Whey Protein: What It Actually Does, How Much to Take, and Whether It's Worth It
What whey protein actually does, how many grams per day and per meal you need, how the types differ, and when you are better off skipping it entirely.

Whey protein is the best-selling supplement in any gym and also the one people talk the most nonsense about. It is neither a magic powder nor a chemical that destroys your kidneys — it is food in a convenient package, made from milk. Here is what it actually does, how much you need, and when it makes no sense for you at all.
What whey actually is
When cheese is made, milk splits into a solid part (casein) and liquid whey. That whey gets filtered and dried, and you end up with a powder that is 70–90 percent protein. That is the whole story. Whey is a complete protein, meaning it contains all nine essential amino acids, and it is especially high in leucine — the amino acid that most strongly triggers muscle building. A 30 g scoop typically gives you about 24 g of protein, 2.5 g of leucine, 1–2 g of fat and 1–3 g of carbs, for 110–130 calories total.
What whey does — and what it doesn't
It does exactly one thing: it makes hitting your daily protein target easier. That's all, and that is enough to be genuinely useful.
What it does not do:
- It does not build muscle on its own. Without resistance training 3–4 times a week, whey is just expensive powdered milk.
- It is not better than chicken, eggs or Greek yogurt if you already get enough protein from them. The difference is convenience, not magic.
- It does not burn fat. It can help indirectly because protein is filling — 25 g of protein controls hunger better than 25 g of carbs — but by itself it creates no calorie deficit.
In large reviews of the research, adding protein on top of training produces roughly 0.3 kg of extra lean mass over 12 weeks compared to the same training without it. Not spectacular, but it adds up over a year or two.
How much protein you actually need
Aim for 1.6–2.2 g of protein per kilogram of body weight per day if you lift 3–5 times a week. Above 2.2 g/kg there is no extra muscle benefit for most people. If you are in a deficit and losing weight, stay at the high end, 2.0–2.4 g/kg, because protein protects muscle while you drop kilograms.
For an 80 kg person that is 128–176 g per day. To see how much food that is:
- 150 g cooked chicken breast: about 46 g protein
- 3 whole eggs: about 19 g
- 200 g Greek yogurt: 18–20 g
- 150 g cooked lentils: about 13 g
- one scoop of whey: 24 g
So 170 g of protein from food alone is doable, but it takes planning and cooking. Whey fills a 20–50 g gap in two minutes.
Dosage: how much per meal, and when
Per meal, aim for about 0.4 g/kg, which means 25–40 g of protein for most people. Below 20 g the response is weaker; above 40 g in a single meal there is little extra muscle-building benefit (the surplus is still used, just for other things). Spread that across 3–5 meals a day, every 3–4 hours.
Timing matters far less than people claim. The so-called anabolic window is not 30 minutes — it is several hours. If you ate a normal meal 2 hours before training, you do not need anything immediately after. Practical rule: take your scoop whenever it is easiest to close your daily gap — morning, post-workout or evening, it makes no difference.
Mixing: 25–30 g of powder in 250–300 ml of water or milk. Water empties from the stomach faster; milk is more filling and adds another 7 g of protein per 200 ml.
Concentrate, isolate, hydrolysate
Three types, and the difference is smaller than the price suggests.
- Concentrate: 70–80 percent protein, 3–5 g of lactose per scoop. Cheapest and perfectly adequate for most people.
- Isolate: 88–92 percent protein, usually under 1 g of lactose per scoop. Worth it if you are lactose sensitive or every calorie counts in a cut.
- Hydrolysate: partially broken down, absorbs slightly faster, considerably more expensive. For a recreational lifter it makes no practical difference in results.
When choosing, look at grams of protein per serving and the price per 100 g of protein, not the claims on the label.
When whey makes no sense
Skip it if you already hit 1.8 g/kg from regular food without effort — then you are buying cost, not results. Skip it if you do not train consistently, because extra protein without a training stimulus does not go into muscle. If it gives you bloating and cramps, try an isolate or replace it with 200 g of Greek yogurt plus 2 eggs. If you eat plant-based, whey is a dairy product — pea or soy protein does the same job, it just needs roughly a 20 percent larger serving to match the leucine.
When to see a doctor
With healthy kidneys, there is no evidence that intakes up to 2.2–2.5 g/kg per day cause harm. But talk to a doctor before raising your protein intake if you have diagnosed kidney or liver disease, if you are pregnant or breastfeeding, or if you take medication that is adjusted to protein intake. The same applies if whey triggers a rash, lip swelling or trouble breathing (milk protein allergy), if diarrhea and cramping last longer than two weeks, or if you notice unexplained foamy urine and swollen legs.
The short version
- Whey is food, not medicine: its only job is helping you reach 1.6–2.2 g of protein per kg of body weight per day.
- Dose: 25–40 g of protein per meal, 3–5 meals a day, every 3–4 hours.
- Timing is irrelevant; the post-workout window lasts hours, not minutes.
- Concentrate is enough for most; isolate only for lactose or calories, hydrolysate is not worth the money.
- If you already eat enough protein from food, you do not need whey — and without resistance training it does nothing.
