Casein: what it actually does, how much to take, and whether it is worth it

How casein digests, how many grams to take and when, what the pre-sleep protein studies actually show, and when you simply do not need it.

Casein is the milk protein that curdles in stomach acid and then digests over hours instead of minutes — that is basically the whole story. Everything else, from the overnight anabolic window to the antikatabolic label, is either oversold or comes down to the fact that you ended up eating more protein that day. Here is what is actually established, how many grams you need, and when you honestly do not need it.

What casein is

Cow milk is roughly 80 percent casein and 20 percent whey. In the stomach, at a pH around 2, casein forms a gel and clots, so the stomach empties more slowly. That is why its amino acids trickle into the blood instead of arriving all at once.

You will mostly find three forms on the shelf:

  • Micellar casein — least processed, slowest digesting, keeps blood amino acids elevated for 5 to 7 hours.
  • Caseinate (calcium or sodium) — acid processed, digests faster at roughly 4 to 5 hours, usually cheaper.
  • Casein hydrolysate — pre broken down, digests fast, and in doing so loses the exact property that makes casein casein. Little reason to pay more for it.

What it actually does, and what it does not

The comparison with whey is the useful one. Whey peaks blood amino acids in 60 to 90 minutes and is back near baseline in about 3 hours. Casein gives a lower peak but holds the elevation for 5 to 7 hours. Practical consequence: whey pushes muscle protein synthesis harder but briefly, while casein pushes it less and instead does more to suppress breakdown.

What rarely gets said: over a full day those differences mostly wash out. Trials running 8 to 12 weeks of resistance training with total protein matched between groups find whey versus casein differences on the order of 0 to 0.5 kg of lean mass, which is inside measurement error. Total daily intake is about 80 percent of the result; which powder you pick is the remainder.

How many grams and when

The numbers worth remembering:

  • Daily total: 1.6 to 2.2 g of protein per kilogram of bodyweight. For an 80 kg lifter that is 128 to 176 g per day from all sources combined.
  • Per meal: 0.3 to 0.4 g per kilogram, so 25 to 35 g for that same 80 kg person, across 4 meals spaced 3 to 4 hours apart.
  • Casein is about 8 percent leucine, whey about 11 percent. To clear the roughly 2.5 to 3 g of leucine per meal, you need 30 to 35 g of casein where 25 g of whey would do.

One detail people miss: a scoop is usually 30 to 33 g of powder, and that contains 24 to 27 g of protein. If you want 30 g of protein, that is a scoop and a half, not one.

Casein before bed

This is the one context where casein has a specific edge, and the edge is real but modest. 30 to 40 g of casein 30 minutes before sleep raises overnight muscle protein synthesis by roughly 20 percent versus placebo. In older subjects it took the full 40 g before the effect showed up at all.

But: in the longer trials where pre sleep casein produced more strength and mass, that group also ate more total daily protein. If you are already hitting 1.6 to 2.2 g per kilogram spread across the day, the extra bedtime feeding is a small bonus, not a turning point.

Rule of thumb: pre sleep casein earns its place if the gap from your last meal to breakfast is longer than 9 to 10 hours, or if you otherwise miss your daily target.

Food instead of powder

  • 200 g of low fat cottage cheese — about 22 to 25 g of protein, mostly casein.
  • 250 g of Greek yogurt — about 22 to 25 g of protein.
  • 500 ml of milk — about 17 g of protein, of which 13 to 14 g is casein.

All three do the same job as powder. Powder wins only on cost per gram of protein, on not needing a fridge, and on the fact that micellar casein usually carries 1 to 2 g of lactose per serving, so people who struggle with 300 ml of milk often tolerate it fine.

Who it makes sense for

It makes sense if you keep missing your daily target from food, if you work shifts and end up with 10 hour gaps without a meal, or if you are in a deficit and want something that holds fullness 2 to 3 hours longer than whey does.

It does not make sense if you already eat 4 to 5 meals with 30 g of protein each, or if you expect swapping whey for casein to change your results on its own. It will not.

Side effects and when to see a doctor

The common complaints are bloating and gas, usually because 40 g of powder in 200 ml of water is far too thick — mix it into 300 to 400 ml instead. In people with healthy kidneys, intakes up to 2.2 g per kilogram per day show no evidence of harm even in trials running 2 years.

See a doctor if:

  1. You get a rash, hives, lip swelling, or trouble breathing after a serving. A milk protein allergy is not the same thing as lactose intolerance and needs prompt assessment.
  2. Digestive symptoms last longer than 2 to 3 weeks even after you cut the dose to 15 to 20 g.
  3. You have known kidney or liver disease and plan to go above 1.6 g per kilogram per day.
  4. You take medication whose absorption depends on food timing, since casein slows gastric emptying.

The short version

  • Casein is the slow milk protein: amino acids elevated 5 to 7 hours, with a lower peak than whey.
  • The dose is 30 to 35 g per serving, inside a daily 1.6 to 2.2 g of protein per kilogram.
  • 30 to 40 g half an hour before sleep raises overnight synthesis by about 20 percent — useful, but a small addition.
  • 200 g of cottage cheese or 250 g of Greek yogurt does the same job if they suit you.
  • If you already hit your daily protein target, you probably do not need casein at all.
