Taurine: what it actually does, how much to take, and whether it is worth it
What taurine actually does for training and health, how many grams a day make sense, when to take it, and who is better off skipping it entirely.

Taurine is one of the few cheap supplements that is genuinely well studied, and yet most people take it for the wrong reason — because it is printed on an energy drink can. The effects are real, but they are smaller and narrower than the talk around them. Here is what the evidence says, how many grams make sense, and whether it is worth your money.
What taurine is and where it comes from
Taurine is not a standard amino acid and it is not built into proteins. Your body makes it from cysteine and methionine, roughly 50 to 125 mg per day, and the highest concentrations sit in skeletal muscle, the heart, the retina and the brain. In muscle it is involved in calcium handling, cell volume regulation and antioxidant defence — which is where the training hypothesis comes from.
A mixed diet supplies somewhere between 40 and 400 mg per day. Shellfish and mussels are the richest source (300 to 600 mg per 100 g), then dark chicken meat (around 150 mg per 100 g), fish and beef (30 to 80 mg per 100 g). Plant foods contain essentially none, so vegans and vegetarians run measurably lower plasma levels. That does not cause disease in a healthy adult, but they are the one group whose starting point is objectively different.
What the studies actually show
Endurance
This is the strongest evidence, and it is still modest. Meta-analyses of single doses of 1 to 3 g, taken 60 to 120 minutes before effort, show roughly a 1 to 2 percent improvement in time to exhaustion, race time or total work done. On a 40-minute race that is 20 to 40 seconds. For a competitor that means something; for someone who runs three times a week it is below the threshold you would ever feel.
Strength and muscle mass
Nothing. Studies on 1RM, vertical jump and sprints up to 30 m show no consistent effect. If your goal is a heavier squat or more kilograms on the bar, taurine is not the tool.
Soreness and recovery
Several small trials using 2 g three times a day (6 g total) for 7 to 21 days found lower creatine kinase and slightly lower soreness ratings after eccentric training. The effect is real but small, and it shows up most in untrained people or after an unusually hard session.
Cramps
This is a common reason people buy it, and it has the weakest support. There are no good studies showing taurine reduces leg cramps in athletes. Cramps track far more closely with muscle fatigue and pacing than with any single nutrient.
Blood pressure and metabolism
In people with elevated blood pressure, 1.5 to 6 g per day for 2 to 12 weeks lowers systolic pressure by about 3 to 4 mmHg and diastolic by 1 to 2 mmHg on average. In people with normal blood pressure there is essentially no change. Effects on glucose and lipids are inconsistent.
One more thing: in 2023 headlines claimed taurine extends lifespan. That was a mouse study, at doses that do not translate directly to humans. Worth watching, not a reason for anyone to start supplementing.
Dose and timing
- For endurance: 1 to 2 g, 60 to 120 minutes before training or a race. Test it in training first, never on race day.
- For daily use: 1 to 3 g per day with food, in one or two doses.
- For a heavy training block: up to 6 g per day split into three doses, but only short term, 2 to 3 weeks.
Powder and capsules are the same molecule; powder is usually several times cheaper per gram. Coffee and taurine do not conflict, so you can take them together.
Energy drinks are not a shortcut
A 250 ml can holds around 1000 mg of taurine, 80 mg of caffeine and 25 to 27 g of sugar. What you feel is the caffeine. If you want taurine, take it separately; if you want caffeine, 3 mg per kilogram of body mass (about 240 mg for an 80 kg person) is the dose with real evidence behind it, and coffee delivers it cheaper.
Safety
Up to 3 g per day is treated in European assessments as an amount with no observed problems in healthy adults. Trials have used 6 g per day for several weeks without serious side effects. The most common complaint is looser stools or nausea when more than 2 g is taken at once on an empty stomach — taking it with food fixes that.
When to see a doctor
- Kidney or liver disease — clearance and metabolism change, so the dose is not something to decide on your own.
- Blood pressure medication — the effects add up and pressure can drop further than you want.
- Any arrhythmia or cardiac medication.
- Pregnancy and breastfeeding — there is not enough data for doses above what food provides.
- Cramps that are nocturnal, one-sided, or come with weakness, tingling or dark urine — that is a check-up question, not a supplement question.
How to test it on yourself
- Pick one measurable marker: 5 km time, average watts over a 20-minute test, or reps in the last set at a fixed weight.
- Measure it twice before you start, so you know how much it naturally varies.
- Take 2 g per day for 8 weeks without changing training, sleep or diet.
- Measure again. If the difference is not bigger than your natural variation, stop and spend the money on something more useful.
A supplement that moves none of the numbers you track after 8 weeks is not a bad supplement — it just is not solving your problem.
The short version
- Taurine buys roughly 1 to 2 percent in endurance at 1 to 2 g taken one to two hours before effort, and nothing in strength or muscle mass.
- The realistic dose is 1 to 3 g per day; 6 g only short term and for a specific reason.
- It makes the most sense for vegans, endurance athletes, and people with elevated blood pressure under medical supervision.
- There is no evidence for cramps — look at pacing, fatigue and total training volume instead.
- An energy drink is a source of caffeine and sugar, not taurine; test taurine for 8 weeks against one concrete number.
