Collagen: what it actually does, how much to take, and whether it is worth it
What collagen actually does for joints, skin and tendons, how many grams a day you need, when to take it, and when you are simply wasting money.

Collagen has been one of the best-selling supplements of the last few years, and also one of the most oversold. It is not magic for your skin and it is not a replacement for the protein in your food, but for a few specific things the science is decent. Here is what is known, how much to take, and when it is actually worth the money.
What collagen is and what it does in the body
Collagen is a structural protein and makes up roughly 30% of the total protein in your body. It sits in skin, tendons, ligaments, cartilage and bone, basically anywhere tissue has to resist being pulled apart. When you drink it, it does not travel straight to your knee. Digestion breaks it down into amino acids and short peptides, mostly glycine, proline and hydroxyproline, which enter the bloodstream and can act as raw material and, according to some research, as a signal to connective tissue cells to ramp up their own collagen production.
The three forms you will see on labels are not the same thing:
- Gelatin is cooked collagen. It gels, and it only dissolves in hot liquid.
- Hydrolyzed collagen (collagen peptides) is broken down further, dissolves in cold water, and is dosed anywhere from 2.5 to 15 grams.
- Undenatured type II collagen works through an immune mechanism and is dosed at just 40 milligrams a day.
What the evidence shows, and what it does not
Joints
This is where the data is strongest. In athletes and recreational lifters with activity-related joint pain, 5 to 10 grams of hydrolyzed collagen daily for 12 to 24 weeks produces a modest reduction in pain. It does not disappear, but the difference is noticeable. For undenatured type II, 40 mg a day for at least 12 weeks is enough. Expect improvement, not a cure.
Tendons and ligaments
The most interesting part. The protocol being tested looks like this: 15 grams of gelatin or collagen peptides plus about 50 mg of vitamin C, taken 30 to 60 minutes before training, followed by 6 to 10 minutes of targeted loading of that tissue, for example isometric holds of 5 sets by 30 seconds with 1 minute rest. The logic is to have the amino acids circulating exactly when mechanical load triggers synthesis. Results are promising but not yet confirmed in large trials.
Skin
2.5 to 10 grams a day for 8 to 12 weeks gives small but measurable improvements in skin hydration and elasticity. The effect is real and modest. Do not expect a change other people will comment on.
Bone
In postmenopausal women, 5 grams of specific collagen peptides daily for 12 months showed a small increase in bone density. Interesting, but resistance training, vitamin D and adequate calcium remain the foundation.
Muscle
Here collagen is a poor choice. It contains no tryptophan and only about 2% leucine, compared with 10 to 11% in whey, and leucine is what triggers muscle protein synthesis. Do not count collagen toward your daily protein target for muscle. If the label says 20 g of protein from collagen, for hypertrophy that is worth considerably less than the same 20 g from meat, eggs or whey.
Collagen builds the things that hold the body together, not the things that move it. That is the difference between a tendon and a muscle, and the reason it cannot replace ordinary protein.
Dose, timing and how long to give it
- Joints and skin: 10 grams of hydrolyzed peptides a day, any time, with or without food.
- Tendons: 15 grams plus 50 mg vitamin C, 30 to 60 minutes before targeted loading.
- Undenatured type II: 40 mg a day, at the same time each day.
- Duration: give it at least 12 weeks before deciding whether it works. Judging it before 8 weeks is pointless.
There is no evidence that marine collagen beats bovine, or that a blend of five types works better than one. Powder is far cheaper per gram than capsules, and hitting 10 grams a day would take 15 to 20 capsules, which makes no sense financially or practically.
Who benefits and who is wasting money
It is worth trying if you train 4 or more times a week and have stubborn pain in your knees, elbows or Achilles, if you are coming back from a connective tissue injury, or if you are over 40 and regularly jump, run and lift heavy.
You are probably wasting money if you are not even hitting 1.6 grams of protein per kilogram of body weight per day, if you sleep 5 hours, if you train twice a week with no complaints at all, or if you expect collagen to fix pain you have had for two years.
Side effects and safety
Collagen is among the safer supplements. The most commonly reported issues are bloating, a feeling of fullness and mild nausea, usually at doses above 15 grams in one sitting, so split it into two servings of 5 to 7 grams. Avoid marine collagen if you have a fish allergy. If you have kidney disease or are on ongoing medication, ask your doctor before adding any supplement.
When to see a doctor
A supplement is not a diagnosis. See a doctor if:
- a joint is swollen, red and warm, or you have a fever;
- pain lasts longer than 6 weeks despite reduced loading;
- morning stiffness lasts longer than 45 minutes;
- your knee locks or gives way under you;
- pain wakes you at night, or you are losing weight for no clear reason.
The short version
- 10 g of hydrolyzed peptides a day for joints and skin, or 40 mg a day for undenatured type II.
- For tendons: 15 g plus 50 mg vitamin C, 30 to 60 minutes before 6 to 10 minutes of targeted work.
- Judge the effect after 12 weeks, not after two.
- It does not count toward daily protein for muscle: too little leucine, no tryptophan.
- The effects are real but modest; sleep, total protein and sensible training load do more than any powder.
