Plant Protein: What Actually Works, How Much to Take, and Whether It Is Worth It
How much plant protein you actually need, which sources to combine, exact per-meal doses, and the few nutrients worth checking in bloodwork if you eat mostly plants.

Plant protein has moved from the shelf labelled food for people who do not eat meat to a standard supplement choice. The question that rarely gets a straight answer is whether it works as well as whey and, if it does, what it costs you in grams. Short version: it works, but you have to dose it differently than you are used to.
Where the actual difference is
You do not build muscle from protein as such, you build it from amino acids, and the trigger for muscle protein synthesis is mostly leucine. A meal needs roughly 2.5–3 g of leucine at once to produce a full response.
That is where sources split. Whey is about 11–12% leucine, soy isolate about 8%, pea protein about 8%, rice protein about 8%. In practice: 25 g of whey gives you around 2.7 g of leucine, while 25 g of pea gives around 2 g. To hit the same threshold you need 30–40% more powder.
The second difference is digestibility and completeness. On the DIAAS scale whey sits around 1.1, soy isolate around 0.90, pea around 0.80, while rice and wheat gluten land near 0.40–0.45 because they are short on lysine. So rice and seitan are not serious standalone bases, but they are fine as part of a mix.
Dosing: the numbers that work
- Daily total: 1.6–2.2 g per kg of bodyweight. For an 80 kg person that is 130–175 g. If your diet is mostly plant-based, aim at the upper half, so 1.8–2.2 g/kg, which is 145–175 g at 80 kg.
- Per meal: 0.5–0.6 g/kg from plant sources instead of the 0.4 g/kg that is enough with animal sources. At 80 kg that is 40–48 g per meal, 3 to 4 times a day, spaced 3 to 5 hours apart.
- Powder: 30–40 g per serving instead of the usual 20–25 g of whey. Read the label, because 30 g of powder often carries only 22–24 g of actual protein.
- Before bed: 30–40 g, same logic.
- Around training: not critical, but if you train fasted, 30 g within an hour afterwards is sensible.
Studies that matched total protein intake, for example 12-week comparisons of vegan and mixed diets at 1.6 g/kg, find no difference in muscle or strength gains. The gap shows up when people switch to plants and quietly drift down to 1.1–1.3 g/kg because they stop counting.
Combining sources
Pea is low in methionine, rice is low in lysine. Together they cover each other, so a 70:30 pea and rice blend is the simplest fix. Soy is complete on its own and is the closest match to whey. If soy does not sit well with you in taste or digestion, the pea and rice blend does the same job.
You do not have to combine within a single meal. What matters is the total amino acid pool across the day, but if you only eat two or three times, it is easier to make every meal complete.
How much from food, how much from powder
Rough numbers per 100 g, cooked or ready to eat:
- Lentils: about 9 g protein and 8 g fibre
- Chickpeas: about 9 g protein
- Tofu: 12–16 g
- Tempeh: about 19 g
- Seitan: 22–25 g
- Edamame: about 11 g
Here is the trap. If you try to pull 150 g of protein out of legumes alone, you end up with 70–100 g of fibre a day, roughly double the recommended 30–40 g. The result is bloating and a heavy gut, not better training. In practice it works better to build two or three meals around concentrated sources such as tofu, tempeh and seitan, use one or two servings of powder, and keep legumes as a side rather than the whole plan.
What this means for training
Protein is material, not stimulus. Without 10–20 hard sets per muscle group per week, in the 5–30 rep range and taken to within 0–3 reps of failure, the protein source is irrelevant. The order of priorities is calories, training, total protein, protein distribution, and only then the source.
What to watch if you go mostly plant-based
- B12: non-negotiable supplement, 250 µg daily or 2000 µg once a week.
- Iron: plant iron absorbs poorly. Take 50–100 mg of vitamin C with the meal (peppers, citrus) and move coffee and tea at least an hour away from meals.
- Omega-3: 250–500 mg of combined EPA and DHA per day from algae oil.
- Vitamin D: 1000–2000 IU daily through the winter months.
- Calcium and iodine: if dairy is out, use fortified plant milks and iodised salt.
- Creatine: people who avoid meat start with lower muscle stores and usually respond well. 3–5 g daily, every day, no loading phase needed.
Soy and other myths
Pooled controlled trials show no drop in testosterone and no rise in estrogen in men at intakes up to roughly 70 g of soy protein per day. Second, protein does not damage healthy kidneys. Third, regardless of source, going above roughly 2.2 g/kg per day buys you no extra muscle.
When to see a doctor
Get checked if you have known kidney or liver disease, because protein intake there is set individually rather than by general guidelines. The same applies if you have digestive problems lasting more than 3–4 weeks, unexplained weight loss, marked fatigue, tingling in the hands or feet, or unusual pallor, all of which can point to B12 or iron deficiency. If you take thyroid medication, keep soy products at least 4 hours away from the dose. Before guessing at anything, get a basic blood count plus ferritin, B12 and vitamin D.
The short version
- Plant protein works, but dose it 30–40% higher per meal: 30–40 g of powder instead of 20–25 g of whey.
- Aim for 1.8–2.2 g/kg per day, split across 3–4 meals spaced 3–5 hours apart.
- Soy alone does the job; if it does not suit you, use a 70:30 pea and rice blend.
- Do not source all your protein from legumes, because 70–100 g of fibre a day causes more trouble than benefit.
- B12 is mandatory, not optional, and 3–5 g of creatine daily is the best value add-on with a plant-based diet.
