You turn up at the gym in the trainers you run in, and everything is fine — until you step under a bar that means something. The heel sinks a little, the knee drifts in, and the whole thing feels like squatting on a thin cushion that keeps moving. You are not imagining it. A running shoe is built to compress.

The two shoes solve opposite problems. A running shoe absorbs a short impact several times your body weight, on one leg, thousands of times per session, and gives some of that energy back. A lifting shoe takes slow, steady pressure, and its whole job is for nothing to happen: no squash, no tilt, no slide.

What a training shoe genuinely has to do

It has to give you a base that does not compress. That is the one non-negotiable. If the heel sinks five or six millimetres under load, and sinks unevenly, your centre of mass has already moved — and you will not read that as sliding. You will read it as feeling weak.

It has to be wider underfoot than it looks. Running shoes are often tapered at the heel and the toe, because that helps the foot roll forward. Under a bar you do not want a roll, you want a tripod: heel, big toe and little toe pressed into the floor.

And it has to hold the heel down. If your heel lifts even half a centimetre inside the shoe, you have lost part of your connection to the floor at the exact moment you need it most.

The specifications worth reading, and what each one means

Drop, the heel-to-toe difference

Running shoes mostly sit somewhere between 0 and 12 mm of drop. Shoes built for squatting and Olympic lifting use a raised, rigid heel, usually somewhere in the 15 to 22 mm range. That is not styling. A raised heel lets the knee travel further forward without the heel peeling off the floor, so you can stay more upright and sit deeper.

For deadlifts the same heel works against you: it adds a couple of centimetres to the distance the bar has to travel. There you want the opposite — the thinnest, flattest sole you can tolerate.

Sole hardness

This is the number nobody prints on the box, so you test it with your hand. Push your thumb into the heel of the shoe as hard as you can. If it gives, it will give more under a loaded bar. A lifting shoe uses a heel wedge of hard plastic, composite or wood, and your body weight barely changes its shape.

Stack height

Modern running shoes can stack more than 35 mm of material under the heel. A flat training shoe usually runs 6 to 12 mm. The further you are from the floor, the shorter the distance between balanced and not — the same reason a bar stool tips more easily than a dining chair.

Upper and fastening

Running uppers are soft and breathable because feet swell over distance. Lifting uppers are stiffer, and most add one or two straps across the midfoot. The strap is not decoration: it stops the foot sliding forward when everything compresses at the bottom of a squat.

Weight

Weight is a real cost in running, because you lift the shoe hundreds of times a minute. In lifting it is close to irrelevant. Lifting shoes are heavier as a rule, and it costs you nothing.

Sizing

Running shoes are usually bought with a little room in front of the toes, since feet swell on longer runs. Lifting shoes are bought so the toes just reach the end without pressure and the heel does not slip. What it realistically costs in space and money

Space is the small problem: one more pair in the bag or on a shelf. But remember that lifting shoes only get worn in the gym, so you actually carry them. You are not buying one pair, you are running two.

Money is best read as a ratio rather than a figure. A simple flat rubber-soled trainer sits in the same bracket as an ordinary everyday shoe. A dedicated lifting shoe with a hard raised heel typically costs two to three times that, because it is a different construction, in stiffer materials, made in smaller batches. The top of the market costs more again, and the difference buys leather instead of synthetic, two straps instead of one, and a wider choice of fits.

Durability flips the maths. Running foam loses its properties somewhere around 500 to 800 kilometres, even when the shoe still looks tidy. A rigid lifting heel does not degrade from pressure, so a good pair lasts years and hundreds of sessions. A more expensive purchase that lasts five times longer is not the more expensive decision.

Common buying mistakes

  • Buying too early. If you are still learning the squat pattern with weights that never challenge your balance, the shoe changes nothing. A flat sole and a few months of ankle work will.
  • Buying mobility. A raised heel gives you a few degrees, not a fix. If your lower back rounds at the bottom, the cause sits above the ankle.
  • Confusing flat with firm. Plenty of casual trainers look perfectly flat and are made of soft foam. Test with your thumb, not your eyes.
  • Running in lifting shoes. No cushioning, no flex through the forefoot. A few sprints at the end of a session is the quickest route to a sore Achilles.
  • Sizing up. A heel that lifts inside the shoe is a worse problem than a shoe that feels half a size snug.
  • Copying the strongest person in the room. Their training, proportions and ankle range are not yours.

Who benefits, and who does not

Worth it if you squat with the bar high on the back or at the front, if you do Olympic lifts or their variations, if your heels lift at the bottom of a squat, or if your ankles have a short range. Worth it, too, if you squat heavily enough that stability changes the number of reps you get, not just how the set feels.

Not worth it if your sessions are mostly cardio and machines, if your main pulls are deadlifts and rows, or if most of your work happens on guided paths where the machine holds the line for you — which is covered in the piece on what a Smith machine actually does and when it earns its place. On a tight budget the order is simple: one pair of firm flat shoes that covers everything, and specialised footwear later. The same conversation applies to the rest of your kit, including when a lifting belt helps and when it works against you.

When to see a doctor

If heel, arch or Achilles pain sticks around for more than two or three weeks, if you cannot put weight on the foot properly first thing in the morning, or if there is swelling, numbness or pins and needles, a new shoe is not the answer. The same goes if you have diabetes or a known loss of sensation in your feet — that footwear decision belongs with a doctor or physiotherapist, not with a shop assistant.

The short version

A running shoe is built to compress; a lifting shoe is built not to move. For heavy squats look for a hard, non-compressing heel, a wider base and a fastening that holds the heel down. For deadlifts, the thinnest flattest sole you can get. The first step is not an expensive specialist pair — it is one pair of firm flat shoes and better ankle range. And if something hurts for weeks, it was never the shoe.
