Your heart is a muscle roughly the size of your closed fist, weighing about 300 grams, and it is the only one in your body that never gets a rest day. Most of what gets repeated about it in gyms is either wrong or useless in practice. Here are the numbers that actually matter when you train.

What your heart does in 24 hours

At rest it beats about 60 to 80 times per minute — roughly 100,000 beats a day and around 2.5 billion over an average lifetime. Each beat pushes out 60 to 80 ml of blood, so in one minute it moves about 5 litres, which is close to your entire blood volume. Over 24 hours that adds up to roughly 7,000 litres.

Under hard effort an untrained person pushes that to 20 to 25 litres per minute, and elite endurance athletes go past 35. That is not because the heart beats seven times faster — it beats about three times faster, and the rest comes from ejecting far more blood per beat. That second part is what training improves.

Resting heart rate

The normal range is 60 to 100 beats per minute. People who train endurance regularly often sit at 45 to 55, and long-distance cyclists and runners are sometimes at 38 to 42. A low number is not a goal in itself, but it is a decent sign that each beat is doing more work.

Measure it in the morning before you get out of bed, three mornings in a row, and take the average. If it runs 7 to 10 beats higher than usual for several days straight, your body is telling you that you have not recovered: poor sleep, too much training, last night's alcohol, or the start of a cold. After 8 to 12 weeks of consistent cardio, a drop of 5 to 10 beats is realistic.

Max heart rate: the formula lies

The "220 minus your age" rule is a rough estimate with an error of roughly ±10 to 12 beats in either direction. For a 40-year-old that means the real maximum could be anywhere between 168 and 192 — which is the difference between an easy session and a brutal one if you follow zones blindly.

Practical fix: warm up for 10 minutes, then go hard for 3 minutes at a pace you can barely hold, 1 minute easy, then 2 more minutes all out with a sprint at the end. The highest number you see is very close to your real maximum. Only do this if you are healthy and have been training for a few weeks already.

Heart rate recovery — a free test

This is one of the most useful things you can measure on your own. After a hard effort, stop or drop into an easy walk, note your heart rate, then check it again after exactly 60 seconds. A drop of 12 beats or more is considered normal; a drop of less than 12 has been linked in research to higher risk and is worth mentioning to a doctor. Well-trained people often see a drop of 25 to 40 beats.

What training actually changes

With endurance work the left ventricle enlarges and fills with more blood, which raises the volume pumped per beat. With heavy strength training the ventricle wall thickens slightly, from a typical 8 to 11 mm up to 12 to 13 mm. Both are normal adaptations, not disease, and both drift back toward baseline within a few months of stopping.

One detail that rarely comes up: cardiac muscle cannot cramp up and stay contracted the way your biceps can. Its refractory period lasts around 250 to 300 ms, so it physically cannot go into tetanus. That is why your heart does not "fatigue" the way your quads do on the twentieth set of squats.

How much training is enough

The best-supported minimum is 150 minutes of moderate cardio per week — say 5 × 30 minutes of brisk walking, easy cycling, or swimming — or 75 minutes of vigorous work, plus 2 strength sessions per week. Moderate means you can talk in full sentences but not sing.

If you only have three days: 2 × 40 minutes easy to moderate plus one interval session (for example 6 × 2 minutes hard with 2 minutes easy) covers most of the benefit. Also worth knowing: for someone completely sedentary, the first 60 to 90 minutes of weekly activity delivers a disproportionate share of the risk reduction. Everything beyond that is a bonus, not a requirement.

Small things that add up

  • Blood pressure: optimal is under 120/80. Readings above 140/90 on multiple separate days belong in a doctor's office, not in a "I'll just do more cardio" plan.
  • Salt: the recommendation is under 5 grams of salt per day, about 2 grams of sodium. Most of it does not come from the shaker but from bread, cured meat, and cheese.
  • Sleep: regularly under 6 hours raises both resting heart rate and blood pressure. Aim for 7 to 9.
  • Sitting: stand up every 45 to 60 minutes and walk 2 to 3 minutes. Your calves are a "second pump" — walking pushes blood back toward the heart.
  • Caffeine: up to 400 mg a day, roughly 3 to 4 coffees, is fine for most healthy people. Skipping breakfast and drinking five on an empty stomach is not the same thing.

When to see a doctor

Do not wait this out or search for it online. Get checked if you have:

  • Pressure, tightness, or burning in the chest that shows up with effort and goes away when you stop.
  • Pain spreading to the left arm, jaw, neck, or between the shoulder blades, especially with sweating and nausea.
  • Fainting or near-fainting during exercise — this is never something to push through.
  • Palpitations lasting more than a few minutes, completely irregular, or happening at rest.
  • Shortness of breath during efforts you used to handle easily, or swelling in the lower legs.
  • A resting heart rate consistently above 100 or below 40 without an obvious reason.
  • A family history of sudden cardiac death before age 50 — get screened before starting serious training.

For most people over 40, or anyone with elevated blood pressure, cholesterol, or blood sugar, a short check-up and an ECG before starting an intense program is a reasonable use of an hour.

The best cardio program for your heart is the one you will still be doing in six months, not the one that looks impressive for three weeks.
