Your brain is about 2% of your body weight and burns roughly a fifth of the energy you spend in a day. A large share of that work has nothing to do with thinking — it goes into planning, launching and constantly correcting movement. Which means every set you do is nervous system training, not just muscle training.

The first month of strength gains happens in your head

If you start from scratch, your squat or press can climb 20–30% in the first 4 weeks, while your muscle mass over that same stretch grows maybe 0.5–1 kg. The arithmetic only works once you count the nervous system: your brain learns to recruit more motor units at once, fire them faster, and stop braking the opposing muscles. Hypertrophy only takes over as the main driver after week 6–8.

Practically: if the goal is to learn a lift, do it more often with less weight — 3 to 4 times per week, 4–6 sets of 3 reps at 70–75% of your max, 2–3 minutes rest, and not a single rep to failure. Twenty clean reps a day teaches your brain more than one grinding set of 15 where the last five fall apart.

Train one arm and the other gets stronger

This is cross-education: train only one side of the body for 4–6 weeks and the untrained side picks up roughly 7–15% strength without doing a single rep. The muscle didn't change — the commands coming out of the brain did. It's why a cast or surgery on one arm is a reason to keep training the other one.

Cardio and focus: the actual numbers

After 30–40 minutes of running, cycling or brisk walking at 65–75% of max heart rate, BDNF rises in the blood — a protein that supports the growth and upkeep of connections between neurons. The measurable bump in attention and problem-solving speed lasts about 60–120 minutes after you finish, so it's worth parking your hardest thinking inside that window.

If the day is tight, 4 intervals of 4 minutes at 85–90% of max heart rate with 3 minutes of easy walking between them gives a comparable stimulus in 25 minutes total. The weekly figure that keeps showing up in the research is 150 minutes of moderate activity, and five 30-minute walks fill that far more reliably than one heroic Sunday session.

Balance is a brain test, not a leg test

Standing on one leg is the cheapest nervous system test you own. In adults aged 50–75, being unable to hold 10 seconds on one leg without support is linked to a noticeably higher risk of death over the following few years. With eyes closed the numbers collapse: a 20-year-old holds 25–30 seconds, a 60-year-old often under 5, because without vision the brain is left with only joint and inner-ear signals.

The training is boring and it works: 3 sets of 30 seconds per leg, every day, with a table edge within arm's reach. Once that's easy, close your eyes or stand on a folded towel.

Myelin, speed, and why technique sticks

A nerve signal travels 100–120 metres per second through a thick myelinated fibre and about 1 m/s through a thin unmyelinated one — a hundredfold difference. Repeating a movement thickens that sheath and the route gets faster and more reliable. That's why your body remembers cycling or a deadlift pattern for years, and by the same mechanism it remembers bad habits: undoing an ingrained fault takes 6–10 weeks of deliberate work, usually longer than learning it right the first time.

For scale: reacting to a visual signal takes 200–250 milliseconds, to sound 150–200 ms. A landing is shorter than that, so you cannot fix a caving knee during the jump — you have to drill it beforehand, in slow reps.

Mental rehearsal isn't fluff

Imagining a movement activates part of the same brain regions as performing it. Under controlled conditions, 10–15 minutes of mental rehearsal 4–5 times a week produces a small but measurable strength increase — a few percent — and noticeably cleaner execution of complex lifts. It's no substitute for training, but it's a concrete tool when you're sick, travelling, or early in rehab.

Sleep does half the work

A new movement isn't only learned while you do it; it's consolidated while you sleep. After 7–9 hours, accuracy on a skill learned the day before is typically 10–20% better with no extra practice. After two nights of 5 hours, reaction time and precision drop noticeably — and your sense of how tired you are tracks that drop poorly, so you feel fine while performing worse. A 20–30 minute nap helps; longer than 45 minutes mostly leaves you groggy.

Fitting it into a week

  1. 2 strength sessions of 45–60 minutes, each containing at least one lift you haven't technically mastered yet.
  2. 150 minutes of moderate cardio, split across 4–5 outings.
  3. 10 minutes of balance and coordination daily — it fits while you wait for the kettle.
  4. One new skill every couple of months: a new lift variation, dancing, climbing. Novelty is a stimulus that repeating the familiar can't provide.

When to see a doctor

  • A sudden headache that is the worst of your life, especially with nausea or blurred vision.
  • Numbness or weakness on one side of the body, a drooping mouth, slurred speech — emergency, immediately.
  • A head impact after which you lost consciousness, vomited, or stayed confused for more than a few minutes.
  • Dizziness or unsteady walking lasting more than a few days, or double vision.
  • A sudden decline in balance and repeated falls in someone over 60.
  • Hand tremor, stiffness, or a sense that your movements have become slower than a few months ago.
