Green Tea Extract: What It Actually Does, Dosing, and Whether It's Worth It
What green tea extract really does for fat loss, the dose studies actually used, how to take it without risking your liver, and when to skip it entirely.

Green tea extract is one of the few fat loss supplements with real data behind it. The catch is that the effect is measurable but small, and the dose where problems start isn't far above the dose that works. Here's what it does, how much to take, and who actually benefits.
What's actually in the capsule
The extract is concentrated green tea leaf. The active compounds are catechins, and the one everyone talks about is EGCG. A typical capsule holds 400 to 500 mg of extract standardized to 45 to 50 percent EGCG, which works out to 200 to 250 mg of EGCG per capsule. Caffeine varies: 0 mg in decaffeinated versions, 60 to 80 mg in regular ones.
If the label says green tea extract 500 mg without standardized to X percent EGCG, you don't know what you're taking. The gap between a 15 percent and a 50 percent extract is the gap between nothing and a full dose.
For comparison: one brewed cup (2 g of leaf, 200 ml of water, 3 minutes) gives roughly 50 to 100 mg of EGCG and 25 to 40 mg of caffeine. Four cups is about one capsule.
What it actually does
Calorie burn
EGCG plus caffeine raises daily energy expenditure by about 3 to 4 percent. For an 80 kg person that's 60 to 100 kcal per day. Twelve-week meta-analyses show a difference of 0.5 to 1.5 kg versus placebo, and mostly in trials where diet wasn't tightly controlled. Where it was controlled, the difference often disappears.
In plain terms: 100 kcal is one slice of bread, or 12 minutes of easy jogging. That's the whole effect.
One important catch: if you already drink 300 mg of caffeine a day or more, the thermogenic effect is much weaker because you're tolerant to half of the mechanism.
Blood pressure and cholesterol
At 300 to 600 mg of catechins over 8 to 12 weeks, meta-analyses show systolic blood pressure dropping 1 to 2 mmHg and LDL cholesterol falling by about 0.13 mmol/L. Real, but tiny. Losing 5 kg and walking 30 minutes a day does several times more.
What it doesn't do
It doesn't target fat in specific areas, doesn't protect muscle in a deficit, doesn't improve recovery, and doesn't raise strength. No data says your squat 1RM goes up or that you'll grind out one extra rep on the bench.
Dose and how to take it
- 300 to 400 mg of EGCG per day is the range where studies found an effect.
- Stay under 500 mg of EGCG per day from supplements. The European food safety authority flagged 800 mg per day as the level where liver injury signals appear.
- Always with food, never fasted. On an empty stomach, blood EGCG runs 2 to 5 times higher, and that's exactly where the reported liver cases cluster.
- If you take two capsules, split them: one with breakfast, one with lunch.
- Run it 8 to 12 weeks, then take at least 4 weeks off. There's no long-term safety data for high doses.
Where people get it wrong
Off-the-shelf fat burners usually stack green tea extract with 150 to 200 mg of caffeine per serving. Add up every source and stay under 400 mg of caffeine a day, and take the last dose at least 6 hours before bed, since caffeine's half-life runs 5 to 6 hours.
The second common mistake is iron. Catechins cut plant-based iron absorption by up to 60 percent. If you're vegetarian, anemic, or have heavy periods, leave at least 2 hours between the capsule and an iron-rich meal.
Fasted cardio plus a fasted extract is the worst combination for your liver, and it buys you exactly zero extra fat loss.
When to see a doctor
Stop immediately and get checked if you notice: yellowing of the eyes or skin, dark tea-colored urine, pale stool, pain under the right ribs, nausea or appetite loss lasting more than 2 to 3 days, or unexplained fatigue. These reactions are rare, but they are documented and serious.
Ask a doctor before you start at all if you have any liver condition, take warfarin or other blood thinners, take blood pressure or heart medication, use stimulant medication, are anemic, are pregnant or breastfeeding, or are under 18. And if your goal is lowering blood pressure, this is not a substitute for prescribed treatment.
Is it worth it for you
Rank things by effect size: 7 to 8 hours of sleep, 1.6 to 2.2 g of protein per kg of bodyweight, a deficit of roughly 500 kcal per day, 3 to 4 strength sessions a week at 45 to 60 minutes each, and 8,000 to 10,000 steps daily. That stack is 95 percent of the result. Green tea extract is part of the last couple of percent.
If everything above has been locked in for months and you want another 100 kcal a day, fine, it's defensible. If it hasn't, your money does more work as food. And keep in mind that 3 to 4 cups of brewed tea deliver a similar dose with no overdose risk at all.
