Greek Yogurt When You Train: Nutrition Facts and When to Eat It
How much protein Greek yogurt actually has, how much to eat per meal, and which points in the day it makes the most sense if you lift — with real numbers.

Greek yogurt is one of the few foods that is cheap, available in any shop, and genuinely useful if you train. The difference from regular yogurt is not marketing — it comes from straining, which is why the same amount gives you two to three times the protein. Here are the numbers and the situations where putting it in a meal actually makes sense.
How it differs from regular yogurt
Real Greek yogurt is strained: part of the whey and water is removed, leaving a thicker mass. That is why 100 grams contain roughly 9–10 g of protein, while regular yogurt has 3–4 g. At the same time it has fewer carbohydrates — about 3.5–4 g per 100 g versus 4.5–5 g in regular yogurt.
One thing to watch: some products on the shelf are labelled Greek-style and are not strained at all but thickened with additives (milk protein concentrate, starch, gelatin). You do not need to memorise names — turn the tub around and read the table. If it says less than 7 g of protein per 100 g, it is not doing the job you bought it for.
Nutrition facts: the actual numbers
Per 100 grams, depending on fat content:
- 0% fat: about 55–60 kcal, 9–10 g protein, 3.5–4 g carbs, 0–0.5 g fat
- 2% fat: about 70–75 kcal, 9 g protein, 3.5–4 g carbs, 2 g fat
- 10% fat: about 130–140 kcal, 6–7 g protein, 3.5 g carbs, 10 g fat
More practically: a standard 150 g cup gives you around 14 g of protein, and a 250 g tub gives you 23–25 g. You also get 110–150 mg of calcium per 100 g, some vitamin B12, and probiotic bacteria if the label says live cultures.
The protein profile is roughly 80% casein, 20% whey. Casein digests slowly — amino acids from it keep arriving in the blood over 5 to 7 hours. That is the key to when it is worth eating.
How much protein you actually need
If you train for strength 3–5 times a week, aim for 1.6–2.2 g of protein per kilogram of body weight per day. For an 80 kg person that is 128–176 g daily. If you are in a calorie deficit, stay at the upper end.
Split it across 3–5 meals at 0.3–0.4 g/kg each — for 80 kg that is 25–32 g per meal. A 250 g tub covers almost that entire meal on its own; a 150 g cup covers half, so pair it with a handful of walnuts or two scrambled eggs.
When to eat it
Before training
If you train in 2–3 hours, 200 g of yogurt with fruit and a couple of spoons of oats is a solid pre-training meal. If you train in under 60 minutes, skip it — casein and fat slow gastric emptying, and there is a good chance you will feel it sitting there during squats. A banana or 30 g of whey in water is the better call then.
After training
The 30-minute window outside of which the session is supposedly wasted does not exist. What matters is getting a meal with 25–40 g of protein within about two hours.
300 g of Greek yogurt (around 28 g of protein) with 60 g of oats and a banana is a simple post-training meal of roughly 550 kcal. If you trained fasted in the morning, eat it closer to the end of the session rather than three hours later.
Before bed
This is where Greek yogurt earns its place. Casein research uses 30–40 g of protein about 30 minutes before sleep, which corresponds to 350–400 g of 0% or 2% Greek yogurt. Because amino acids are released slowly, overnight muscle protein synthesis runs better than with no meal at all. If that is too much food before bed, 250 g plus 20 g of almonds does the job.
Through the day and in a deficit
250 g of the 0% version is about 140 kcal for 23 g of protein — one of the best fullness-per-calorie ratios you can buy in a shop. On 1,800 kcal a day, two of those portions give you 46 g of protein for under 300 kcal.
The most common mistakes
- Fruit and dessert versions. A 150 g cup with fruit at the bottom often carries 12–18 g of sugar and 4–6 g less protein than the plain version. Buy plain and add 100 g of frozen fruit yourself — you end up with 7–9 g of sugar and the full protein content.
- Assuming yogurt automatically equals a protein meal. With the 10% fat version, 200 g gives you 13 g of protein and 20 g of fat. That is not bad food, but it is a fat-heavy meal, not a protein meal.
- Treating it as a replacement for everything. Greek yogurt is low in iron and very low in vitamin D. It does not replace meat, fish and eggs — it supplements them.
Lactose and digestion
Straining removes part of the lactose: usually 3–4 g per 100 g versus 4.5–5 g in regular yogurt. Most people with mild intolerance handle 150–200 g without trouble, especially alongside a meal, because live cultures break down some of the lactose. If it bloats you, try a week of smaller portions — 100 g twice a day — before cutting it out entirely.
When to see a doctor
Get checked if:
- you have diarrhoea, cramps or heavy bloating for more than 3 weeks, including after removing dairy
- you notice blood in your stool, unplanned weight loss or night sweats
- dairy triggers a rash, lip swelling or difficulty breathing — that points to milk protein allergy rather than intolerance, and smaller portions will not solve it
- you have kidney disease or take medication that requires controlling protein, potassium or phosphorus intake — a high-protein plan is something you set with your doctor in that case
- you are pregnant or breastfeeding and planning larger changes to your diet
