How many calories and sugars a tablespoon of honey holds, when to take it before or after a session, and what daily amount makes sense if you train.

Honey and training: nutrition facts and when to eat it

Honey is a concentrated source of simple sugars and, nutritionally, not much more than that. That does not make it bad — it makes it fuel rather than a supplement. If you train, the only two questions worth asking are how much you use and where in the day you put it.

What honey actually contains

Per 100 grams, honey gives you roughly:

  • 304 kcal
  • 82 g of carbohydrate, of which about 38 g fructose, 31 g glucose, 7 g maltose and 1 g sucrose
  • about 17 g water
  • less than 0.5 g protein and essentially 0 g fat

The kitchen measures you actually need: one level tablespoon is about 21 g (64 kcal, 17 g carbs), and a teaspoon about 7 g (21 kcal, 6 g carbs).

Vitamins and minerals — do not count on them

100 g of honey holds around 52 mg potassium, 6 mg calcium and 0.4 mg iron. A 120 g banana has about 430 mg potassium. A realistic 20 g serving of honey delivers roughly 10 mg potassium, which is zero in your daily balance. You eat honey for the carbohydrate and the taste, not for micronutrients.

Honey versus white sugar

White sugar is 387 kcal per 100 g and is 100 percent sucrose, which your gut splits into glucose and fructose anyway. Honey has fewer calories per gram only because it contains water. At a 20 g serving the difference is about 61 kcal versus 77 kcal — sixteen calories. Glycemic index runs from about 32 for acacia honey (more fructose) up to 60–70 for glucose-heavy honeys; white sugar sits near 65. Darker honeys such as buckwheat or chestnut carry more polyphenols, but in a 21 g tablespoon that is a small dose next to, say, 100 g of berries.

Honey is not healthier sugar. It is sugar that fits your training better if you time it.

Before training

If your session is 60 to 90 minutes of strength work — say 5 sets of 5 on squats plus 4 exercises for 3 sets of 8 to 12 — glycogen is rarely your limiting factor as long as you have eaten normally that day. In that case you do not need honey at all.

Where it earns its place: 30 to 60 minutes before training, 20 to 40 g of carbohydrate, which is 1 to 2 tablespoons. It is most useful when you train early in the morning on an empty stomach. Pair 1 tablespoon with 20–30 g of protein, because honey on its own gives you nothing but sugar.

Do not overshoot in a single hit. Fructose absorbs slowly through a dedicated transporter, so servings above 40–50 g in one go can leave you bloated and cramping exactly when you get under the bar.

During training

This only matters if your session runs longer than 75 to 90 minutes continuously — long rides, long runs, high-volume gym work with short rests. Then 30 to 60 g of carbohydrate per hour is reasonable. That is 2 to 3 tablespoons of honey dissolved in 500 ml of water with a pinch of salt (about 0.5 g). For a standard 60-minute lifting session it is unnecessary.

After training

Aggressive glycogen reloading — 1.0 to 1.2 g of carbohydrate per kilogram of bodyweight across the first 4 hours — only matters if you have a second session within 8 hours. For an 80 kg lifter that is 80 to 95 g of carbohydrate per hour, which would be 4 to 5 tablespoons of honey; splitting that across several sources beats forcing that much fructose into your stomach.

For everyone else, a meal with 25 to 40 g protein and 40 to 80 g carbohydrate within a few hours does the job, and honey can cover 20 to 40 g of those carbs. Let the rest come from rice, potatoes, oats or fruit, which also bring fibre and micronutrients.

How much is too much

Honey counts as free sugar, natural or not. The guidance is to keep free sugars under 10 percent of daily energy, ideally under 5 percent. On 2800 kcal that is 70 g, or 35 g respectively — and 35 g is just under 2 tablespoons. If you use 1 to 3 tablespoons a day and most of it sits around your training, you are fine. If it is 6 tablespoons a day on top of everything else sweet, that is no longer fuel.

What honey does not do

  • It does not burn fat. A tablespoon is 64 kcal that count like any other.
  • Warm water with honey and lemon in the morning has no special metabolic effect — it is 60 kcal of sugar in warm water.
  • Crystallisation is normal glucose behaviour, not a sign of fake or spoiled honey. Acacia crystallises more slowly because it is higher in fructose.
  • Heating above 40 °C degrades some enzymes, but those enzymes do nothing for your training either way.

When to see a doctor

  • Never give honey to a child under 12 months, not even a taste, because of the risk of infant botulism. This one is absolute.
  • If you have type 1 or type 2 diabetes or prediabetes, honey raises blood glucose almost the same way white sugar does. Agree on amounts with your doctor rather than by feel.
  • Swelling of the lips, tongue or throat, hives, or trouble breathing after eating honey — emergency care, immediately.
  • If 1 to 2 tablespoons reliably leave you bloated, cramping or with diarrhoea, fructose malabsorption is possible and worth checking with a gastroenterologist.
  • Constant thirst, frequent urination or unexplained weight loss — get fasting glucose and HbA1c checked.

The short version

  • A tablespoon of honey is about 21 g, 64 kcal and 17 g of carbohydrate, nearly all of it sugar.
  • Nutritionally it is close to white sugar; the calorie difference per tablespoon is about 16 kcal.
  • Its best slot is 30–60 minutes before training (1–2 tablespoons) or as part of your post-training meal.
  • Mid-session honey only makes sense past 75–90 minutes of work, at 30–60 g of carbs per hour.
  • Keep it to 1 to 3 tablespoons a day, and never give it to children under 12 months.
