Dark Chocolate and Training: Nutrition Facts and When to Eat It
How many calories, how much magnesium and caffeine dark chocolate actually has, what a realistic portion looks like, and when to eat it around training.

Dark chocolate usually gets treated either as a superfood or as something you have to earn on the treadmill. Neither is true: it is a calorie-dense food with decent micronutrients that fits into a normal diet once you know the numbers. Here is what you actually get from it and when in the day it makes the most sense.
What the cocoa percentage really means
Per 100 grams of chocolate at 70–85% cocoa, the numbers land roughly here:
- 590–620 kcal
- Fat: 42–50 g, of which 25–30 g saturated
- Carbohydrates: 30–46 g, of which 17–24 g sugar
- Fibre: 10–12 g
- Protein: 7–9 g
- Magnesium: 200–230 mg
- Iron: 10–12 mg, but non-heme
- Caffeine: 60–80 mg, plus 700–800 mg theobromine
Milk chocolate at the same 100 g runs about 535 kcal, but with 50–57 g of sugar and two to three times less fibre and magnesium. The difference is less about calories and more about what comes with them.
A 100 g bar is usually scored into 20 to 24 squares, so 4–5 g per square. Two squares of 85% chocolate is about 10 g and 60 kcal. That is the portion size the rest of this is built around.
What is actually useful if you train
Magnesium. A 20 g portion gives about 45 mg. Daily needs are 310–420 mg, so you have covered 11–14%. Add 200 g of spinach and 30 g of almonds and it adds up, but chocolate alone does not fix a shortfall.
Iron. That same 20 g holds about 2 mg, but cocoa polyphenols reduce non-heme iron absorption. If your ferritin is low, chocolate will not raise it.
Flavanols. The studies showing a 2–3 mmHg drop in systolic blood pressure use 400–900 mg of cocoa flavanols per day. A 20 g portion delivers somewhere between 50 and 150 mg, and alkalised cocoa loses up to 60% of its flavanols in processing. A bonus, not a treatment.
Caffeine and theobromine. 25 g of 85% chocolate carries roughly 20 mg of caffeine and 200 mg of theobromine. The caffeine is about a quarter of an espresso, but theobromine has a half-life of 7–8 hours and keeps sensitive people alert longer than they expect.
Before training
Poor fuel. A 20 g portion brings 9–10 g of fat and 2 g of fibre, and both slow gastric emptying. If the session on your sheet is 5 sets of 5 on squats plus another 45 minutes of work, you want carbs that clear fast: 40–60 g from a banana, rice or bread with honey, 60–90 minutes out. Ten grams of chocolate 90 minutes before will not bother you if you tolerate it well, but that is a treat, not preparation.
After training
After a hard 60–90 minute session the target is 20–40 g of protein (about 0.3 g per kilogram of body weight) and 0.5–1 g of carbohydrate per kilogram. For an 80 kg person that is 24 g of protein and 40–80 g of carbs. A 20 g portion of dark chocolate contributes 1.5 g of protein and 6 g of carbs, which is effectively nothing. It works as dessert after a meal that did the job, not instead of it.
The best timing is the boring one
The best time is when the rest of the day is already settled: after lunch or after dinner, when you know how many calories and how much protein you have had and what is left. Then chocolate is 100–150 kcal you planned rather than 400 kcal you discovered. Two limits on timing:
- If you are caffeine sensitive, keep the last source 8 hours before bed. Thirty grams of 85% chocolate is about 25 mg of caffeine, usually harmless, but not on top of three coffees.
- Cocoa relaxes the lower oesophageal sphincter, so if you get reflux, skip chocolate in the 2–3 hours before lying down.
What counts as a normal amount
In a 300–500 kcal daily deficit, 15–20 g of dark chocolate (90–120 kcal) fits without any trouble and usually makes the plan easier to hold. In a surplus the problem flips: 50 g is 300 kcal, roughly 30 minutes of running at 9–10 km/h for an 80 kg person.
The rule that works: break off the portion, put the bar back in the cupboard, then eat. Eating straight from the bar in front of a screen ends at 50–70 g most of the time.
Where people usually get it wrong
- Eyeballing instead of weighing. Weigh the portion on a kitchen scale for the first month and you will see what your couple of squares really is.
- Assuming 99% is automatically better. More cocoa means less sugar, but also more fat and often more calories per 100 g.
- Chocolate products labelled protein or fit that still run 350–450 kcal per 100 g with sugar levels close to ordinary chocolate.
- The same bar every day for years. Cocoa can carry cadmium, and the European limit for chocolate with 50% cocoa or more is 0.80 mg/kg. At 10–30 g a day this is a non-issue, but at 100 g a day it is worth rotating sources.
When to see a doctor
- Heartburn or reflux more than twice a week for longer than a month.
- Palpitations, hand tremor or insomnia after small amounts of caffeine.
- Headaches or migraines that repeat with specific foods.
- A history of kidney stones, since dark chocolate is high in oxalates (around 100 mg per 100 g).
- Fatigue, breathlessness and dropping strength in the gym with no clear cause: get bloodwork and ferritin checked instead of guessing with food.
- Diabetes or impaired glucose tolerance: agree on portion and timing with your doctor or dietitian.
The short version
- Dark chocolate at 70–85% is 590–620 kcal per 100 g; a realistic portion is 10–20 g, or 60–120 kcal.
- The magnesium (45 mg in 20 g) and flavanols are a bonus, not a reason to eat it and not a substitute for a sorted diet.
- It is weak pre-training fuel because of the fat and fibre, and post-training it does not replace 20–40 g of protein and 40–80 g of carbs.
- The best slot is after a meal, once the day's calories are known; with reflux, avoid it 2–3 hours before bed.
- Weigh the portion for the first month and put the bar away — that solves most chocolate problems.
