Creatine vs beta-alanine: what each one actually does
What creatine and beta-alanine actually do in the muscle, how many grams to take, how long each takes to work, and which one fits the way you train.

Creatine and beta-alanine almost always get mentioned in the same breath, even though they do completely different jobs. One helps with short explosive efforts, the other with the ones that burn and last a minute or two. Here is what each does, how much to take, and when buying either is a waste of money.
What creatine does
Creatine is stored in muscle as phosphocreatine and works as a fast reserve for rebuilding ATP. That system carries the first 6 to 10 seconds of an effort. When the reserve is fuller, two things improve: the last reps of a set hold up better, and the rest between sets is enough that the next set does not drop off as much.
In practice that matters if you squat 5x3 at 85% of 1RM, pull 4x5 deadlifts, run 20 to 40 metre sprints, or do anything where the set ends before you get a proper breath in. The realistic effect in the research is roughly 5 to 15% more total volume over a 6 to 12 week block, which for most people shows up as a couple of extra kilos on the bar after two or three months, not as an overnight change.
Creatine also pulls water into the muscle cell. In the first few weeks the scale goes up 0.8 to 2 kg. That is not fat and it is not bloating under the skin, but if you weigh yourself every morning it helps to know where the jump came from.
What beta-alanine does
Beta-alanine is a building block of carnosine, and carnosine is a buffer that soaks up hydrogen ions inside the muscle. Those ions pile up when you work long enough and hard enough that things start to burn. So beta-alanine does nothing for a heavy triple, and something for efforts lasting roughly 60 seconds to 4 minutes.
Concretely: a set of 20 to 25 reps, 60 to 90 second intervals, a 400 metre run, 500 to 2000 metres on the rower, or a three minute conditioning piece. The effect is real but modest, around 2 to 3% improvement in that time window. That is one or two extra reps in a set of twenty, or a few seconds off a 400. Not nothing, but not a turning point either.
Dosing, without overthinking it
Creatine
- 3 to 5 grams a day, every day, rest days included. For someone 70 to 90 kg that is about one level teaspoon.
- Loading is optional: 20 g a day split into 4 doses of 5 g for 5 to 7 days, then back to 5 g. Skip loading and you reach the same saturation in three to four weeks.
- Timing does not matter. Consistency does. Missing a dose once a week changes nothing.
- Cycling off for a month has no basis. Levels simply fall back over three to four weeks once you stop.
- Use monohydrate. Other forms cost more with no proven advantage.
Beta-alanine
- 3.2 to 6.4 grams a day, split into doses of 0.8 to 1.6 g, three or four times daily.
- It takes 4 to 12 weeks of steady intake for carnosine to rise enough. A single scoop before training does nothing.
- Tingling on the face, neck and forearms (paraesthesia) shows up at doses above roughly 800 to 1000 mg at once, starts within 15 to 20 minutes and passes in 30 to 60 minutes. Uncomfortable, not dangerous. Split the dose smaller or use a sustained-release form.
Which one you need
- Strength training, lifting, sprinting, sports with short bursts – creatine. Beta-alanine does almost nothing here.
- Bodybuilding with sets of 8 to 15 – creatine first, beta-alanine a useful add-on if you run long sets and dropsets often.
- CrossFit, combat sports, rowing, 100 to 400 m swimming, cycling with repeated attacks – both make sense, because these mix explosive pieces with long burning pieces.
- Endurance over 10 minutes – neither will move much. Carbohydrate intake, hydration and programming decide that.
If you are picking only one and cannot decide, take creatine. It is better researched, cheaper, and the effect is larger.
Can you take both
Yes, and there is no known bad interaction. They act on two separate systems, so they do not overlap. The sensible approach is to introduce one at a time, at least four weeks apart, so you know what did what. Start both on the same day and, if something does not agree with you, you have no idea which one to blame.
What neither one fixes
Supplements work at the top of the pyramid, not at the base. If you sleep 5 hours, eat 0.8 g of protein per kilogram of bodyweight, and have lifted the same loads for three months, creatine and beta-alanine are statistical noise. Cover 7 to 9 hours of sleep, 1.6 to 2.2 g of protein per kg per day, and a plan where the load actually goes up week to week first.
When to see a doctor
In healthy adults both are well tolerated at the doses above, but check with a doctor if:
- You have kidney or liver disease, or have ever had reduced kidney function.
- You take blood pressure medication, diuretics, anti-inflammatories, or any ongoing prescription.
- You are pregnant or breastfeeding, or the person taking it is under 18.
- Bloodwork shows raised creatinine. Creatine can push that number up without any kidney damage, but tell your doctor you are taking it so the result is not misread.
- You get persistent cramps, swelling, nausea, dark urine or flank pain after starting a supplement.
Tingling from beta-alanine on its own is not a reason to book an appointment. A rash, trouble breathing or swelling is, and immediately.
The short version
- Creatine works for efforts under 10 seconds, beta-alanine for efforts of 1 to 4 minutes.
- Creatine: 3 to 5 g daily, every day, monohydrate, no cycling. A 20 g per day load for 5 to 7 days is optional.
- Beta-alanine: 3.2 to 6.4 g daily in 0.8 to 1.6 g doses, and 4 to 12 weeks of patience.
- If you pick one, creatine gives the bigger and more reliable effect.
- Kidney disease, ongoing medication, pregnancy or raised creatinine on a lab report means doctor first.
