Beta-alanine: what it actually does, how to dose it, and whether it's worth it

What beta-alanine does inside the muscle, the daily dose in grams, how many weeks until it works, and which efforts it measurably improves.

Beta-alanine: what it actually does, how to dose it, and whether it's worth it

Beta-alanine is one of the few supplements with an effect you can actually measure, but the effect is narrow and easy to miss. It does nothing for maximal strength, nothing for a marathon, and nothing at all on day one. Here is what it does, the dose in grams, and when it makes sense.

What it does in the muscle

Beta-alanine is not the active ingredient itself. Its job is to be the rate-limiting building block for carnosine — a compound inside the muscle cell that works as an acid buffer. The other half of carnosine, histidine, is already plentiful in muscle; beta-alanine is not. That is why taking beta-alanine raises carnosine, while taking carnosine directly does nothing — it gets broken down in the gut.

When you push a set of 15 reps to failure or run 800 metres, hydrogen ions pile up and muscle pH drops from roughly 7.1 to 6.5. Contraction weakens, enzymes slow down, and that is the burning feeling when the muscle locks up. Carnosine mops up part of those ions and pushes that moment back by a few seconds.

The research numbers: 4 to 6 weeks of supplementation raises muscle carnosine by 40 to 60%, and 10 to 12 weeks gets it to around 80%. Performance improves on average 2 to 3%, and only in efforts lasting roughly 60 seconds to 4 minutes.

What 2 to 3% looks like in practice

That sounds like nothing until you convert it into numbers:

  • A 2000 m row at 7:00 — about 8 to 12 seconds faster.
  • A set of 15 reps to failure — usually 1 to 2 extra reps.
  • A 400 m run at 60 seconds — about 1 second.
  • The fifth 5-minute round of sparring — slightly less drop-off in pace at the end.

This is a difference you see on paper across several weeks, not one you feel in today's session. If you expect training to feel easier, you will not get that.

Who it helps and who it doesn't

Worth it

  • Runners over 400, 800 and 1500 m, swimmers over 100 and 200 m, rowers over 2000 m.
  • Bodybuilding-style work: sets of 8 to 20 reps, 60 to 90 second rests, taken close to failure.
  • Repeated-effort sports: football, hockey, combat sports, circuit intervals of 2 to 8 minutes.
  • Cycling: climbs of 2 to 5 minutes and the sprint at the end.

Not worth it

  • Maximal strength: 1RM squat, bench or deadlift, sets of 1 to 5 reps with 3-plus minute rests.
  • A single sprint under 30 seconds — the muscle never gets acidic enough for buffering to matter.
  • Efforts longer than 25 to 30 minutes: marathon, half marathon, long rides.
  • If you are not training at least 3 times a week, there is nothing to improve.

Dosing: the actual numbers

With beta-alanine what matters is the total amount accumulated over weeks, not the timing of any single dose.

  • Daily: 4 to 6.4 g, or roughly 65 to 100 mg per kilogram of body weight. For an 80 kg person that is 5 to 6 g.
  • Split: 3 to 4 doses of 1.6 g, with meals, at least 3 hours apart.
  • Duration: minimum 4 weeks before anything happens, 10 to 12 weeks to plateau. That totals around 180 g accumulated.
  • Maintenance: 1.2 to 1.6 g per day holds the level you built.
  • Timing: irrelevant. There is no acute effect — a dose 20 minutes pre-workout gives you nothing but tingling. Taking it with food improves retention slightly.

Below 3 g per day the study results are unconvincing, so 2 g a day is wasted time. Above 6.4 g per day has shown no added benefit.

The tingling: normal and fixable

Paraesthesia — tingling and prickling on the face, neck, shoulders and hands — shows up with single doses above roughly 800 to 1000 mg. It starts 15 to 20 minutes after the dose and lasts 30 to 60 minutes. It is not an allergy, not damage, and not a sign the supplement is working; beta-alanine briefly activates receptors in the skin.

The fix: keep single doses at 1.6 g or lower, take them with a meal, or use a sustained-release form, which essentially removes it. If it still bothers you, drop to 0.8 g per dose and take it 6 times a day.

What happens when you stop

Carnosine does not crash. It declines about 2 to 4% per week, so it takes 8 to 15 weeks to return to baseline. That means cycling off for 2 weeks accomplishes nothing in either direction. If you are building toward a competition, start at least 6 weeks out, ideally 10.

How to check whether it works for you

  1. Pick one test you can repeat exactly: a 2000 m row, an 800 m run, or a set to failure at 70% of 1RM.
  2. Do it twice, a week apart, before starting, and take the better result as your baseline.
  3. Take 5 to 6 g daily for 8 weeks without changing your program, sleep or calorie intake.
  4. Repeat the test under the same conditions: same time of day, same warm-up, same rest the day before.
  5. Anything under 2% is noise. A 3 to 5% change is probably real.

When to see a doctor

In studies running up to 24 weeks at doses up to 6.4 g per day, healthy adults showed no serious side effects. Still, talk to a doctor before or during use if you:

  • have kidney or liver disease, or are on dialysis
  • are pregnant, breastfeeding, or under 18 — the data simply isn't there
  • take regular medication, especially for heart, blood pressure or diabetes
  • get tingling that lasts more than 2 hours, spreads, or comes with rash, swelling, dizziness or trouble breathing
  • have chest pain, fainting, or breathlessness out of proportion to the effort — that is never a supplement issue and needs to be checked

A supplement worth 2% cannot fix training that is missing 40%. The order is sleep, calories and protein, program — and only then this.

The short version

  • Beta-alanine raises muscle carnosine and buffers acidity; the payoff is 2 to 3%, and only in efforts of roughly 1 to 4 minutes.
  • Dose is 4 to 6.4 g daily, split into 1.6 g portions with meals, for at least 4 weeks, plateauing around 10 to 12 weeks.
  • It is useless for 1RM lifts, sprints under 30 seconds, and efforts longer than 25 to 30 minutes.
  • The tingling is harmless; smaller single doses, food, or a sustained-release form solve it.
  • Test yourself objectively over 8 weeks — if the difference isn't at least 3%, that money works harder as food.
