Coffee vs pre-workout: what actually works and what you are just paying for
How much caffeine is in coffee versus a pre-workout, which doses actually work, how to time them, and when the extra ingredients are worth the money.

Caffeine is the one ingredient in this comparison with genuinely strong research behind it, and it sits in both your coffee and every pre-workout on the shelf. The question is not whether it works, but whether you are paying for something already in your kitchen. Here is what the numbers say.
What caffeine actually does
Caffeine blocks adenosine receptors, so your brain registers fatigue later than it otherwise would. In the gym that shows up as 1-2 extra reps on sets taken to failure and roughly 2-5% more maximal strength. The effect is usually bigger on cardio than on lifting, since endurance improves by 2-4%, which is close to half a minute over a 5K.
What it does not do: burn a meaningful amount of fat, fix your technique, or cover for a five-hour night. If you need it just to get through the door, the problem is sleep and food, not supplements.
How much you need
The dose used in research is 3-6 mg per kilogram of bodyweight, taken 45-60 minutes before training.
- 70 kg: 210-420 mg
- 85 kg: 255-510 mg
- 100 kg: 300-600 mg
The top of that range rarely beats the bottom, and it almost always brings more side effects: shaky hands, a racing pulse, nausea, an urgent trip to the toilet mid-set. Start at 3 mg/kg and only go up if you feel nothing after three or four sessions. As a general ceiling for a healthy adult, food safety bodies use 400 mg per day and 200 mg in a single dose.
How much caffeine is in what
- Espresso, 30 ml: 60-80 mg
- Small cup of unfiltered coffee, 60-80 ml: 50-70 mg
- Filter coffee, 200 ml: 90-120 mg
- Instant coffee, 2 g of powder: 55-70 mg
- One scoop of pre-workout: 150-350 mg
To hit 250 mg you need about three espressos or two large filter coffees. Doable, but not in the changing room 45 minutes before you lift. That is where a pre-workout is genuinely more practical: one scoop, one number on the label.
The other issue is variability. The same drink from two different cafes can differ by 40-50 mg per cup depending on grind and dose. If you brew your own, 10 g of ground coffee gives roughly 100-120 mg, so you can dose by the spoon instead of by feel.
What else is in a pre-workout
Beyond caffeine, three ingredients have real evidence behind them, and none of them work by being swallowed half an hour before you train.
- Beta-alanine: 3.2 g per day, with the benefit showing up only after 4-6 weeks of daily use. It helps in efforts lasting 1-4 minutes, so sets of 15-25 reps and repeated sprints. The tingling in your face and hands starts around 800 mg and is not a sign it is working.
- Citrulline malate: 6-8 g, about 60 minutes before training.
- Creatine monohydrate: 3-5 g daily, timing irrelevant. No reason to buy it bundled into a scoop.
Dosing is where most products fall apart. A typical scoop holds 1.6 g of beta-alanine, 1-2 g of citrulline and 1 g of creatine, which is a third to a half of what the studies used. If the label only lists a combined blend without grams per ingredient, you do not know what you bought, so treat it as expensive coffee.
Timing and sleep
Caffeine has a half-life of 5-6 hours, and up to 9 in slow metabolisers. Take 300 mg at 6 pm and you still have around 150 mg in your system at midnight and about 75 mg at 6 am. In sleep studies, 400 mg taken 6 hours before bed cut total sleep by roughly an hour, and people generally did not notice it themselves.
Working rule: last caffeine 8-9 hours before bed. If you train at 8 pm, train that session unstimulated and save caffeine for morning and afternoon slots. A caffeinated session that costs you an hour of sleep nets out at zero.
Tolerance and breaks
The alertness kick fades after 4-7 days of daily use, while much of the performance effect holds up. That is why it makes sense to use caffeine 2-3 times per week on your hardest sessions and train the rest without it. If you are currently sitting at 400 mg or more per day, taper by 50-100 mg per week; stopping cold gives you a headache and flat energy for 2-4 days.
A three-week test
- Week one: no caffeine before training. Log loads and reps on two main lifts.
- Week two: 3 mg/kg from coffee, 45 minutes before, same programme.
- Week three: the same dose from a pre-workout.
If weeks two and three look identical on paper, you are paying for flavour and packaging. If the pre-workout wins, the usual explanation is simply that its dose is higher than what you actually drank from coffee.
When to see a doctor
Talk to a doctor before raising your dose if you have high blood pressure, an irregular or skipping heartbeat, an anxiety disorder, reflux or ulcers, or if you take medication for thyroid, heart, asthma or depression. In pregnancy the recommendation drops to a maximum of 200 mg per day from all sources combined. If a normal dose brings chest pain, heavy palpitations or faintness, stop immediately and get checked rather than waiting for the next session.
The short version
- Caffeine is what works, not the format: 3-6 mg/kg, 45-60 minutes before training.
- An espresso gives 60-80 mg, a scoop of pre-workout 150-350 mg; coffee is cheaper, the scoop is more precise.
- Beta-alanine, citrulline and creatine do work, but pre-workouts usually underdose all three.
- Last caffeine 8-9 hours before bed, and cap it at 2-3 sessions per week so tolerance does not eat the effect.
