Whey and plant proteins do the same job: they deliver amino acids to a muscle that is recovering from training. The question is not whether they work, but how many grams you need for the same effect. Below are the numbers and the rules you can apply today.

Where the real difference is

Whey is a milk protein fraction, roughly 20% of the protein in cow milk; the other 80% is casein. Plant powders usually come from pea, soy, rice, hemp, or blends of those.

The first number that matters is leucine, the amino acid that most strongly triggers muscle protein synthesis. Approximate values per 100 g of protein:

  • whey: 10–11 g leucine
  • soy isolate: 7.5–8 g
  • pea protein isolate: 8–8.5 g
  • rice protein: about 8 g, but low in lysine (around 3 g)
  • hemp: 6–6.5 g, plus a lower total protein concentration in the powder (50–60%)

The second number is DIAAS, a measure of how usable the amino acids are. Whey sits around 1.05–1.20; soy isolate 0.90–1.00; pea 0.80–0.85; rice 0.40–0.50 because of the low lysine. A pea and rice blend at roughly 70:30 fixes both lysine and methionine and pushes DIAAS into soy territory.

How many grams you actually need

Daily, a realistic range for someone lifting is 1.6–2.2 g of protein per kilogram of body weight. For an 80 kg person that is 128–176 g per day from all food combined, not just powder.

Per meal, count 0.3–0.4 g/kg, so 24–32 g for 80 kg, spread over 3–5 meals. The practical leucine threshold per meal is 2.5–3 g:

  • 25 g of protein from whey gives about 2.6 g leucine — enough
  • 25 g of protein from pea gives about 2.0 g leucine — below threshold
  • 32–35 g of protein from pea gives 2.6–2.8 g leucine — matched to whey

Rule of thumb: add 25–40% to the dose when the source is plant based. If your whey serving is 25 g of protein, the plant serving is 32–35 g. Past age 60 the threshold rises: use 0.4 g/kg per meal and 3–4 g of leucine.

Speed and timing

Whey raises blood amino acids within 30–60 minutes, peaking around 60–90 minutes. Pea and soy are very close, a difference of tens of minutes that means nothing in practice. The post workout window is 3–5 hours, not 30 minutes, so hitting your daily total matters more than drinking a shake in the locker room.

If your daily intake already lands at 1.8 g/kg from regular food, the powder source is a detail, not a decision that changes your results.

What the comparisons show

When total protein and leucine are matched, 8 to 12 week resistance training studies generally find no meaningful difference in lean mass or strength between whey and plant sources; the gaps are usually under 0.5 kg and inside measurement error. The difference only shows up when the plant protein is taken at the same gram amount as whey, because then leucine falls short.

How to choose in practice

If lactose is a problem

Whey isolate usually has under 1 g of lactose in a 25–30 g serving, while concentrate has 3–5 g. Most people with intolerance handle up to 12 g of lactose at once, so isolate is often enough. If it still bothers you, a plant powder removes the issue entirely.

If your stomach complains

Try half a serving, 12–15 g of protein, for 5–7 days, then go back to full. Take it with a meal rather than on an empty stomach, and mix it into 300–400 ml of liquid instead of 150 ml. With pea, bloating is more common in the first 7–10 days and usually settles.

If you eat plant based

Pick a powder that blends at least two sources and keep your daily intake in the upper part of the range, 1.8–2.2 g/kg. Also watch B12, iron and zinc, since plant meals deliver less absorbable forms.

If you are watching cost

Compare price per gram of protein, not per kilogram of powder. A 1000 g tub at 75% protein gives 750 g of protein; one at 90% gives 900 g. The real cost per serving can differ by 20–30%.

The training part, because protein alone does nothing

Protein is the building material; training is the stimulus. A realistic frame: 3–4 sessions per week, 10–20 hard sets per muscle group per week, 6–12 reps per set, 1–3 reps in reserve, 60–120 seconds of rest. Progress by adding 2.5–5 kg or one to two reps every 1–2 weeks. Without that, no powder changes anything.

When to see a doctor

  • If you have kidney or liver disease or elevated creatinine — intake above 1.2 g/kg should be cleared first, since chronic kidney disease is often managed at 0.6–0.8 g/kg.
  • If bloating, diarrhea or cramping lasts more than 2–3 weeks despite cutting the dose.
  • Immediately, if whey brings hives, swelling of the lips or throat, or trouble breathing — that suggests a milk allergy, not intolerance.
  • During pregnancy or breastfeeding, or if you are under 18, before adding a supplement.
  • If you take ongoing medication (thyroid, antibiotics, immunosuppressants) — leave 2–4 hours between the drug and the shake and check for interactions.
  • If you have unintentional weight loss, blood in stool, or persistent fatigue — that is not a supplement question.

The short version
