How to set seat height, start position and grip on a chest press machine, and what to check before buying one for a home or small gym.

Shoulder pain on the chest press usually has nothing to do with how much weight is on the stack. It comes from where your hands start. If they sit behind the line of your torso at the top of the stretch, the front of the shoulder takes over the job your chest should be doing, and you feel it as a sharp spot under the front deltoid, usually on the very first rep.

On a decent machine that takes about thirty seconds to fix with two pins. The catch is that plenty of machines don't have those pins at all, so the problem arrives with the purchase. Setup first, then what to look for if you're choosing one.

Four adjustments that do most of the work

Seat height

Sit down, put your back against the pad and rest your hands on the handles. The handles should land level with the lower third of your breastbone, roughly 3–8 cm below shoulder line. Sit any lower and the press turns into a half-incline press, which shifts load straight onto the shoulder.

A quick check without a mirror: with your hands on the handles, your elbows must be lower than your shoulders. If your eyes travel slightly down to find your elbows, the height is right. Level or up, and the seat needs to drop one hole.

Start position, meaning depth

This is the one that matters most. At the start your hands should be roughly in the plane of your chest, with the elbow no more than 3–5 cm behind your torso. Go deeper and the head of the upper arm drifts forward, loading the front of the joint in a position it doesn't tolerate under weight.

Machines with an adjustable start have a lever or pin that brings the handles forward, usually across three to five settings. If yours doesn't, do two things: stop the lowering yourself before the elbow passes your ribs, and put a folded towel or thin pad behind your back to move your torso 3–5 cm forward. Crude, but effective.

Elbow angle

Elbows flared a full 90 degrees from the torso is the least shoulder-friendly option there is. Aim for 45–60 degrees, an A-shape seen from above. That angle costs the chest almost nothing and takes a noticeable amount of pressure off the front of the shoulder.

Shoulder blades, back and grip

Your shoulder blades stay in contact with the pad the whole time. The common fault is chasing the last 5 cm of lockout by letting the shoulder roll forward off the pad, and that is where most of the discomfort collects. If you can't finish a rep without that shrug forward, the weight is too heavy or the grip too wide.

Neutral handles, palms facing each other, suit most people better than a wide pronated grip. If the machine offers both, test each with two sets of 10 using a weight you could lift 20 times. If the neutral grip is quiet, stay there. What the machine genuinely needs

  • Height-adjustable seat with holes 3–5 cm apart. Bigger gaps mean you're always slightly too high or slightly too low.
  • Adjustable start position, three settings minimum. Without it you're at the mercy of your own arm length.
  • Two grip positions, or at least neutral handles.
  • A back pad that doesn't push the shoulders forward — flat through the shoulder blade area, not domed.
  • Small load increments, because the jump from 40 to 45 kg is often too much when you're building back up.

The specs, and what each one actually tells you

Type of resistance

A selectorised stack is faster to use and safer for training close to failure, but costs more and weighs more. Plate-loaded machines are cheaper and simpler, though you need the plates and you have to strip them after each set. On a stack, check the step: 5 kg is standard, and add-on weights of 1.25 or 2.5 kg make a real difference when progress stalls.

Handle path

A converging path, where the handles come closer together as you press, is kinder to the shoulder than a strictly straight line. Independent arms go one step further and stop the stronger side from dragging the weaker one along.

Capacity, mass and steel

Capacity is usually quoted twice: maximum user weight and maximum load. The mass of the machine itself is the honest number. Home versions often land at 60–120 kg, while serious single-station machines run 150–250 kg. A heavier frame doesn't shift under you, and you feel that as stability.

Bearings, upholstery and warranty

Plastic bushings are quiet at first and wear faster; sealed bearings last longer. Look for foam of at least 4–5 cm, because a thin back pad changes your shoulder height as it compresses. Warranties are normally split between frame, moving parts and upholstery, and those three numbers are rarely the same.

Space and money, realistically

Allow roughly 1.2–1.5 m of length and 1.0–1.4 m of width for the machine, plus 60–70 cm at the side for getting in and for the stack or plates. That's about 3 square metres you can't use for anything else. Measure your doorway too, since some machines only assemble in the room, and think about the floor if you're upstairs — machine, weights and lifter easily pass 300 kg over two square metres.

Prices can't be reduced to a single figure, and the spread is wide. The cheapest home multi-stations, where the chest press is one function among many, sit in the same bracket as a decent exercise bike; a commercial single-station machine costs several times that. What drives the range is the mass of steel, stack versus plate-loaded, bearing and upholstery quality, and delivery plus assembly, which is no small item on a 200 kg frame. At the bottom of the range the first things to disappear are adjustability and padding — exactly what you were buying a machine for.

Common buying mistakes

  1. Choosing by stack weight. A 100 kg stack on a machine with no start adjustment still won't suit your shoulder.
  2. Never sitting on one. If you can, try the same or a similar machine before you pay, wearing your training shoes.
  3. Ignoring the lightest setting. If the first plate is 20 kg, you have nothing to warm up with.
  4. Buying a multi-station for the exercise count. Ten functions on one frame usually means none of them has the right geometry.
  5. Measuring only the parked footprint. Measure it with the handles fully extended too.

Who it suits, and who it doesn't

It earns its space if you train alone without a spotter and want to push close to failure, if your shoulder prefers a fixed path, or if you press twice a week all year round. It doesn't earn its space if you already own a bench and dumbbells in the same room, since those give you more exercises for less money and less floor. Nor does it if you train twice a week for half an hour and are still working out what you enjoy — flexible kit is the smarter first purchase, and if you do want one upper-body machine, compare it against a cable crossover or functional trainer first.

When to see a doctor

Setup solves a mechanical problem, not a medical one. See a doctor if the pain wakes you at night, travels down the arm, comes with pins and needles or weakness lifting the arm overhead, if you can't reach behind your back, or if nothing has improved after two to three weeks of lighter loads and a shortened range.

In short

Handles at lower chest height, elbows below shoulders, elbow no more than 3–5 cm behind the torso, arms at 45–60 degrees and shoulder blades on the pad — that's 90 per cent of it. When buying, judge seat adjustment, start settings, handle shape and load increments before you look at the size of the stack. A machine with nothing to adjust can't be rescued by extra weight.
