Why Kenyans Are the Best Distance Runners
Altitude, limb build, running to school and 200 km weeks: what actually explains Kenyan distance dominance, and which parts of it you can copy in your own training.

If you follow athletics at all, you have noticed that anything from 3000 m upwards, and the marathon in particular, is usually won by someone from Kenya. It is not one magic gene and it is not luck, it is a pile of factors that happened to stack up in the same valley. Here is what is actually known, what is myth, and what part of it is useful to a normal runner.
Who these runners actually are
Kenya has around 55 million people, but the overwhelming majority of its world-class runners come from one ethnic group, the Kalenjin, who make up roughly 12 percent of the population, so about 5 to 6 million people. Narrow it further and most of them come from a handful of districts around the towns of Iten and Eldoret in the Rift Valley. That is an area the size of a small province, and it produces more sub-2:10 marathoners than all of Europe combined.
Altitude helps, but it is not magic
Iten sits at about 2400 m, Eldoret at about 2100 m. At that height the pressure of oxygen is roughly 25 percent lower than at sea level, so over years the body increases total hemoglobin mass and capillary density. When such a runner comes down to a marathon run at sea level, their oxygen transport capacity is simply larger than that of someone who trained low their whole life.
But altitude alone produces nothing. People in Peru, Bolivia and Nepal live and work at 3500 m, and there is no marathon dominance coming out of those places. Altitude is an amplifier, not a cause.
Body build: very thin lower legs
Measurements of Kalenjin runners keep showing the same picture: a body mass index around 19 to 20, body fat of 5 to 8 percent in men, long legs and unusually thin lower legs. Calf circumference averages 3 to 4 cm smaller than in runners of European descent of the same height.
This is physics, not looks. Mass far from the hip is expensive to move: every extra 100 g at ankle level raises oxygen cost at a given pace by roughly 1 percent. Half a kilogram less per leg is a few percent better running economy, and over a marathon that is minutes, not seconds.
A childhood spent moving
Surveys of elite Kenyan runners have given the same answer for decades: the large majority ran or fast-walked to school as children, often 5 to 10 km each way, so 10 to 20 km a day, in thin shoes or barefoot, at 2000 m or higher. That is 8 to 12 years of low-intensity volume before anyone started training in an organised way. A child who is driven to school in the same period accumulates zero kilometres.
Training: very easy and very hard, with nothing in between
The elite run 160 to 220 km a week, spread over two or three sessions a day. What surprises people who see it in person is how slow the easy runs are: a man who races the marathon at 2:55 min/km will do his 60-minute morning run at 5:00 to 6:00 min/km, sometimes slower. Roughly 80 percent of weekly volume is genuinely easy, 20 percent is genuinely fast.
What a week looks like
- Tuesday: fartlek, 40 x 1 minute hard / 1 minute easy, about 80 minutes including warm-up
- Thursday: track, for example 8 x 1000 m slightly faster than race pace with 90 seconds recovery
- Saturday: long run of 30 to 40 km with the last 10 km progressive
- Other days: 60 to 90 minutes easy in the morning, 40 to 50 minutes easy in the afternoon
- Sunday: rest, or 40 minutes very easy
Add to that the fact that they train in groups of 20 to 60 people. When thirty runners are waiting for you at the junction at 6 a.m. every morning, motivation stops being a question you ask yourself.
Food and recovery
The diet is boring and very high in carbohydrate: ugali made from maize flour, rice, beans, cabbage, and tea with milk and sugar. Dietary analyses put it at around 75 percent of energy from carbohydrate, roughly 8 to 10 g per kilogram of body mass per day, with 1.3 to 1.6 g of protein per kilogram, and 2900 to 3300 kcal total on a body mass of 55 to 60 kg.
Recovery is equally unglamorous: 8 to 10 hours of sleep at night plus a 1 to 2 hour nap between the two sessions, and very little other physical activity during the day.
Money is a serious factor
This part is rarely mentioned and may be the strongest driver of all. Winning a major city marathon pays around 100,000 dollars, and even a decent placing at a smaller international race pays a few thousand. In a region where average annual earnings are a few hundred dollars, that is the difference between two completely different lives. That is why thousands of young people show up at the camps around Iten, and why selection is brutal: to make the Kenyan national team you need a time that would be a national record in most European countries.
What of this is worth copying
- Slow your easy runs down. If you cannot speak in full sentences, you are going too fast. Aim for 80 percent of weekly time in the easy zone.
- Volume before speed. Get to a stable 40 to 60 km a week over 3 to 4 months first, then add intervals, and no more than twice a week.
- Increase weekly mileage by at most 10 percent, and drop it by 30 percent every fourth week.
- Below 90 minutes you need nothing but water. Above that, take 30 to 60 g of carbohydrate per hour.
- Sleep 7 to 9 hours. It is the one item on this list you can copy completely, starting tonight.
When to see a doctor
- chest pain or pressure, fainting or severe dizziness while running: today, not next week
- resting heart rate 10 to 15 beats above your normal for 7 to 10 days along with persistent fatigue
- a pinpoint bone pain in the shin or foot that hurts when you hop on one leg: suspect a stress fracture and do not run through it
- constant exhaustion and dropping form for no reason: ask for a full blood count and ferritin, since a value under 30 ng/ml in a runner often explains everything
- absent periods for 3 months or more while training high volume
- over 40 and starting to train seriously with high blood pressure, high cholesterol, diabetes or a family history of heart disease: get an ECG and an exercise stress test first
The short version
- It is not one gene: altitude of 2100 to 2400 m, light lower legs, ten years of running to school, huge training volume and a very strong financial incentive all stacked up in the same place.
