1RM: how to test it safely and estimate it without maxing
How to test a one-rep max safely, when the test is worth doing at all, and how to estimate it accurately from a normal working set.

If you want to know what you can actually lift for a single, you do not have to load the bar and hope. There are two routes: an honest one-rep test, or an estimate pulled from a set you were going to do anyway. Both give you a usable number — they just cost you different amounts.
What a 1RM tells you, and what it does not
A one-rep max measures how much force you can produce in one lift, on one day, with the technique you currently have. That is a narrow piece of information, which is exactly why it is useful: it gives you an anchor for percentage-based programming and a rough check on whether your strength is moving.
What it does not tell you is how much muscle you carry, how well you handle volume, or how you fare across ten reps. Plenty of lifters have a strong single and a very ordinary set of ten — a gap that shows up clearly when you compare how powerlifting and bodybuilding training actually differ.
The number also moves within a single week. Poor sleep, low food intake, a hard session two days earlier — any of those can shave 5 to 10 per cent off. One test is a snapshot, not a verdict.
When testing is worth it, and when it is not
A real test earns its keep if you compete in a strength sport, or if you run percentage-based programming and want those percentages to mean something. It also fits at the end of an 8 to 12 week block, as a check on whether the block did anything.
If you have been training less than six months, skip it. Strength is climbing week to week, technique is still changing, and the number will be out of date before you have finished writing it down. The same applies if you are coming back after a long break — the first six weeks are for rebuilding the movement, not measuring it.
Do not test a lift you have only just started doing either. A safe maximal single needs technique that holds under load, and that usually means two to three months of consistent practice in that exercise.
A protocol that keeps you safe
Test one lift per session, at the start, when you are fresh. If you have a spotter, agree on who does what before the set. If you do not, set the safety pins or spotter arms at a height you can bail onto.
The warm-up does half the work. For someone expecting roughly 120 kg it looks like this:
- empty bar, 2 sets of 8
- 60 kg × 5
- 85 kg × 3
- 95 kg × 2
- 105 kg × 1
- 112.5 kg × 1
- 120 kg × 1 — first genuine attempt
Rest 1 to 2 minutes between the lighter sets and 3 to 5 minutes between singles above 90 per cent. Give yourself three real attempts, no more. If the third moves cleanly, add 2.5 to 5 kg and stop there — further attempts fatigue you more than they reveal.
End the test the moment technique goes: a back that rounds under the bar in the deadlift, knees caving in on a squat, a bar bounced off the chest. A rep you scraped through is not data, it is a risk.
The formulas: a max without maxing
The most useful part of all this is that you never need to lift the max at all. Take a set you pushed close to failure and run it through a formula.
Two are in common use. Epley: 1RM = weight × (1 + reps ÷ 30). Brzycki: 1RM = weight × 36 ÷ (37 − reps).
Take 100 kg for 5 reps: that gives 117 kg with the first and 112.5 kg with the second. Eight reps at 80 kg gives 101 kg and 99 kg. The gap between the two widens as reps go up, which is your first clue about where they stop working.
Estimates are most reliable up to 5 reps, usable to 8, and largely guesswork above 10. The reason is simple: the longer the set, the more it reflects muscular endurance rather than raw strength. One lifter grinds out 12 reps with a load another manages 6 with — identical estimate, very different real max. The same underlying difference drives how you choose between higher reps and heavier loads.
One rule holds the whole thing together: the set has to go to failure or one rep short of it. Stop three reps early and the formula will underestimate you by 5 to 10 per cent.
Estimating from reps in reserve
If you would rather not train to failure — and most of the time you should not — use reps in reserve instead. After the set, judge how many more you could have done and add that to what you did.
Six reps at 90 kg with two left in the tank? Treat it as a set of 8 and run the formula. It is less precise than a genuine set to failure, but it costs you nothing and you can do it every week.
As a rough guide to percentages: about 95 per cent of your max allows 2 reps, 90 per cent allows 3 to 4, 85 per cent allows 5 to 6, and 80 per cent around 8. Most people get more reps at a given percentage in the squat and deadlift than on the bench, so do not carry numbers from one lift straight to another.
Putting the number to work
The first use is planning. If your programme calls for 4 sets of 5 at 80 per cent, an estimated max of 120 kg gives you 95 kg on the bar without any guessing between sets.
The second is tracking. If the estimate has not budged in 6 to 8 weeks, that is a clear signal to change something — usually volume, frequency, or how the hard days sit across the week. There are practical ways out of a strength plateau worth working through before you assume you have hit a ceiling.
The third is restraint. Once you have a reliable estimate, no session has to double as a test, and heavy days start arriving by plan rather than by curiosity.
When to see a doctor
A maximal lift spikes blood pressure more sharply than almost anything else you do in a gym. If you have a diagnosed heart or blood pressure condition, if you are pregnant, or if you are recovering from surgery, ask your doctor before testing.
See a doctor too if a set brings on chest pain, dizziness, fainting, tingling down an arm, or sharp back pain that lingers for days. None of those are worth waiting out.
The short version
- A 1RM is a useful anchor for percentages and progress checks, but it swings 5 to 10 per cent from day to day.
- Test at most every 8 to 12 weeks: one lift per session, safeties set, three real attempts maximum.
- Epley (weight × (1 + reps ÷ 30)) or Brzycki (weight × 36 ÷ (37 − reps)) works well from a set of 5 to 8 reps taken close to failure.
- Above 10 reps the estimate drifts, because you are measuring endurance rather than strength.
- Under six months of training, or freshly back from a break, skip the test — the number expires within a fortnight.
