How muscle actually grows: hypertrophy without the myths

The three things that drive muscle growth, how many sets per muscle per week you need, and why chasing "the pump" is not a measure of success.

How muscle actually grows: hypertrophy without the myths

Muscle does not grow from pain, sweat, or how hard an exercise felt. It grows when three conditions are met: enough mechanical tension, enough total work, and enough recovery. Everything else is detail.

1. Mechanical tension

The muscle has to pull against resistance it takes seriously. That means sets where the last few reps are genuinely hard — in practice, stopping 1–3 reps before you could not do another. A weight you can move 25 easy times creates no tension.

Not everything has to be maximal: growth happens across a wide range, from 5 to 30 reps, if the set is taken close to the limit. That is why both 12 and 20 reps work — they just have to be honest.

2. Total work (volume)

Growth follows the number of quality sets per muscle per week:

  • Minimum to grow: around 4 sets per muscle group per week.
  • The good zone: 10–20 sets per group per week.
  • Over 25 sets usually gives less, not more — recovery cannot keep up.

Splitting those sets over two days (for example 2 × 6 sets for legs) beats doing them all in one session. A muscle responds to the signal for roughly 48 hours, so twice a week per group works better than once.

3. Recovery

Training is the signal; growth happens between sessions. For that you need:

  • Calories: growing without surplus energy is realistic only for beginners and people carrying a lot of fat. Everyone else: +10 % above expenditure.
  • Protein: 1.6–2.2 g/kg.
  • Sleep: 7–9 hours. The strongest and cheapest anabolic there is.

What does NOT decide growth

  • The pump. Blood in the muscle feels good but measures nothing. You can get a huge pump from 30 easy reps and grow nothing.
  • Soreness the next day. It measures how unfamiliar the exercise was, not how effective. It fades even while you make your best progress.
  • Number of exercises. Six chest exercises are not better than three; what matters is total sets.
  • A secret exercise. Nothing does what squats, presses, rows and pull-ups already do.

How much growth is realistic

  • First year, men: 6–10 kg of muscle with decent training and food.
  • First year, women: 3–5 kg (less testosterone, same rules).
  • Second year: half of that. Third: half again.

Anything faster in an advert is water, pharmacology, or a lie.

The shortest recipe

  • Train each muscle group twice a week.
  • 10–20 sets per group per week, taken close to the limit.
  • 5–30 reps, honestly performed.
  • A small calorie surplus, 1.6–2.2 g/kg protein, 7–9 hours of sleep.
  • Write it down and add work over the weeks.
