1RM: How to Calculate It Without the Risk
How to estimate your one-rep max from a set of 3 to 8 reps, when an actual max attempt is worth doing, and the warm-up protocol that keeps it safe.

If your program says 5 sets of 3 at 85 percent, you first need to know 85 percent of what. That number is your 1RM — the heaviest load you can lift once with technique that still holds together. The good news is that in most cases you never have to actually test it to know it accurately enough.
What a 1RM actually measures
A 1RM is specific to the lift, the day and the equipment. Your 140 kg squat on Tuesday after eight hours of sleep is not the same squat on Friday after five. Day-to-day variation of 3 to 5 percent is normal, and more than that if you have less than a year of training behind you. So treat your 1RM as a range, not a single figure: my squat is around 138 to 145 kg is a more honest sentence than my squat is 142 kg.
It is worth measuring on big, stable lifts: squat, bench press, deadlift, overhead press. On dumbbell curls, lateral raises or anything where balance fails before the muscle does, the number tells you nothing useful.
Estimating from a submaximal set
The safest method: do one set close to failure with a weight you can lift 3 to 8 times, then run the numbers. Below 3 reps you take on risk for no reason; above 8, accuracy falls apart — the error can hit 10 percent or more because you start measuring endurance instead of strength.
The two formulas people actually use:
- Epley: 1RM = weight × (1 + reps ÷ 30)
- Brzycki: 1RM = weight × 36 ÷ (37 − reps)
Example: you lifted 100 kg for five reps. Epley gives 100 × (1 + 5/30) = 116.7 kg. Brzycki gives 100 × 36/32 = 112.5 kg. Take the lower number or the average, so roughly 114 kg. Epley overestimates as reps climb, so at 8 to 10 reps trust Brzycki instead.
If you would rather not do arithmetic, a rough percentage chart does the same job:
- 1 rep — 100 percent
- 2 — 95 percent
- 3 — 92 percent
- 4 — 89 percent
- 5 — 86 percent
- 6 — 83 percent
- 8 — 78 percent
- 10 — 74 percent
- 12 — 70 percent
Same example: 100 kg for 5 reps, so 100 ÷ 0.86 = 116 kg. Same ballpark.
When a real test makes sense
A direct test is worth it if you compete, if you are switching to a program built on precise percentages, or if your estimate and how the bar actually feels have disagreed for several weeks. Do it rested: 2 days with no heavy leg work before a squat or deadlift test, and do it at the start of the session, not after 40 minutes of accessory work.
Warm-up
- 5 to 10 minutes of general warm-up — bike, rower or brisk walking, enough to break a sweat, not enough to tire you.
- Empty bar or 40 percent of your estimated 1RM — 8 reps.
- 60 percent — 5 reps.
- 75 percent — 3 reps.
- 85 percent — 1 rep.
- 92 percent — 1 rep.
Rest: 60 to 90 seconds between the light sets, then 3 to 5 minutes before every attempt above 85 percent. Shorter rest means you are testing recovery, not strength.
The attempts themselves
Plan no more than 3 attempts above 90 percent. Set the first at about 95 percent of your estimate — a weight you would make on a bad day. If it moved fast and clean, add 2.5 to 5 kg for upper body, or 5 to 10 kg for squat and deadlift. If the rep took longer than 3 seconds, your back rounded, or one side lagged, that was your max for the day and you stop there. The whole session runs 40 to 50 minutes and covers one lift, not three.
You do not attempt a max bench press without a spotter or without safety pins set just below chest height. There is no exception to this one.
The RIR method, no math required
If numbers annoy you, use RIR — reps left in reserve. A 5-rep set that ends with the honest feeling of I had 2 more sits at roughly 85 percent of your 1RM. The point is to learn to read effort, because even the best formula falls apart if you grind every set to total failure.
How often
Run a real test 2 to 4 times a year. Refresh the estimate from your working sets every 4 to 6 weeks. If you have been training less than a year, you gain faster than the formula can track, so an estimate from 8 weeks ago is already 5 to 10 kg out of date.
Common mistakes
- Testing at the end of a hard session, after 20 sets are already in the bank.
- Changing technique at maximum — a half-depth squat is not the same lift as your working squat.
- Testing all three big lifts on the same day.
- Using a 15-rep set for the estimate; the error is too large for the number to be usable.
- Carrying a barbell 1RM over to a machine or the other way round; those are different numbers.
When to see a doctor
Before you even consider a maximal attempt, check with a doctor if:
- you have uncontrolled high blood pressure, known heart disease or an aneurysm — straining briefly drives blood pressure far above its usual range;
- you get chest pain, dizziness, nausea or strong pressure in the head during or after a set;
- you have a fresh injury, surgery within the last 6 months, or a disc herniation with numbness or weakness down a leg or arm;
- pain lasts more than 5 to 7 days, wakes you at night, or shows up at rest;
- you are pregnant or gave birth within the last 3 months.
Muscle soreness 24 to 48 hours after a test is normal. Sharp pain that arrives during the lift itself is not.
The short version
- Estimate your 1RM from a set of 3 to 8 reps using Epley or Brzycki; the result lands within a few percent.
- Do a direct test 2 to 4 times a year, rested, early in the session, on one lift only.
- Warm up in steps to 92 percent and take 3 to 5 minutes of rest before every heavy attempt.
- No max bench press without a spotter or safety pins.
- Chest pain, dizziness, uncontrolled blood pressure or numbness down a leg means a break and a doctor, not another attempt.
