The 100m sprint: how to train acceleration as a recreational runner
What to do about the first 30 metres of a 100m sprint: acceleration mechanics, how many sprints per session, rest, strength work and hamstring care.

The first thirty metres decide what the rest of a 100m sprint looks like, and that is exactly where recreational runners lose the most. If you run the odd sprint and the clock never moves, the problem is usually that you are training running rather than acceleration. They are two separate skills, and they need two different kinds of session.
What actually happens over 100 metres
The race splits into three parts. The first 20 to 30 metres are acceleration, where speed is built from a standstill. Then comes a short window of maximum velocity, and over the last 20 to 30 metres everyone slows down — the winner included. The only difference is who slows down least.
Trained sprinters hit top speed somewhere between the 50 and 60 metre mark. A recreational runner gets there much earlier, often by 25 or 30 metres, and then spends almost half the race decelerating. That is why grinding out 200s and 400s so rarely improves a 100m time.
The whole race takes roughly 45 to 55 steps. Ground contact on the first step lasts about two tenths of a second; at full speed it drops below one tenth. Speed is not produced by pushing for longer, but by how much force you can put down in a very short contact.
What good acceleration looks like
From a standing or crouched start the body leans forward, and that lean is not corrected all at once — it unfolds gradually over the first 15 to 20 metres. The most common fault is standing upright by the third or fourth step, because it subjectively feels faster.
In acceleration the leg works behind the body, not in front of it. The shin drives forward and down in the early steps, the foot lands under the hips or slightly behind them, and the knee stays low. Steps start short and forceful and lengthen on their own; reaching for a longer stride only slows you down.
The arms move through a full range, roughly from hip to chin, without twisting the torso. Shoulders and jaw stay loose — a clenched face and tight fists burn energy and shorten the stride. Keep your eyes down for the first few steps and let the head come up as the torso rises.
Dosage: short, fast, and fully rested
Acceleration is trained over 10 to 40 metres. Anything longer becomes a different session. The rule is simple: every sprint has to be fast, not merely completed.
A sensible total for a recreational runner is 150 to 400 metres of sprinting per session — say eight runs of 20 metres, or six of 30. Rest 2 to 4 minutes between efforts, and walk it rather than jog it. Short rests do not make the session harder, only slower, and slow running does not build acceleration.
When times or feel drop by a few per cent — usually noticeable as heavy legs and a shortening stride — the session is over, even if reps remain on the plan. Two sprint sessions a week are plenty, with at least 48 hours between them.
Warm up for 10 to 15 minutes: easy jogging, dynamic hip work, skips, and three or four build-ups at 60, 70, 80 and 90 per cent. Without that, the first sprint is the riskiest part of the whole session.
Strength that reaches the first steps
Acceleration needs force directed backwards, and gym work genuinely transfers here. Build the session around two or three lifts with low reps: the squat for 3 to 5 sets of 3 to 5, and the deadlift for 3 to 4 sets of 3 to 5. Load it so you finish each set with a rep or two left in reserve.
Add hip thrusts, split squats and direct calf work, since the ankle takes enormous load in a very short time when you sprint. Two strength sessions a week are enough; a third usually just eats the recovery your speed work depends on.
Jumps bridge the gap between the gym and the track. Standing long jumps, triple broad jumps and low hurdle hops belong at the start of a session while you are fresh, in a total of 40 to 60 ground contacts. Sled pushes or pulls over 10 to 20 metres, loaded heavily enough to slow you by ten to thirty per cent, train the exact position you hold in the first steps.
The hamstring is what usually goes
The most common sprinting injury is a hamstring strain, and it does not happen during the push-off — it happens as the leg swinging out in front decelerates just before touchdown. The evidence is strongest for eccentric work: Nordic curls and Romanian deadlifts, twice a week, starting at 2 sets of 3 to 5 reps with a very slow lowering phase.
The other half of the protection is regular exposure to speed. The runners who get hurt are the ones who sprint rarely and then go straight to full effort. Touching high speed briefly every week is safer than ten flat-out reps once a month.
Coming back after time off, spend the first few weeks at 80 to 90 per cent before you go all in; a structured return-to-training plan is more useful at that point than any time trial.
A week that works
- Monday: warm-up, jumps, 8 x 20 metres from a standing start, then lower-body strength.
- Wednesday: easy movement — walking, cycling, mobility, 20 to 40 minutes.
- Thursday: warm-up, 5 to 6 x 30 to 40 metres building into speed, then strength and Nordic curls.
- Weekend: one day completely off, one day of easy running or a sport you enjoy.
Test yourself with a stopwatch over 20 and 30 metres every three or four weeks, always in similar conditions. If times stall while sleep, appetite and mood get worse, read up on the signs of overtraining before you add more work.
When to see a doctor
A sharp stab in the hamstring or calf, a sensation of something tearing, bruising that appears over the next two days, or limping that lasts more than a few days all need assessment rather than stretching and carrying on. The same goes for pain that returns in the same spot every time.
Knee pain that shows up when you squat or walk downstairs has identifiable causes worth sorting out before you sprint — that is covered in the piece on knee pain during squats. Chest pain, breathlessness out of proportion to the effort, dizziness or fainting during exertion warrant urgent medical attention, and if you are over 40 after a long inactive spell, a cardiac check before your first all-out sprint is a reasonable step.
