How to train downhill trail running without wrecking your legs: stride technique, a sensible progression plan, eccentric strength and recovery timing.

If you have ever finished a hill race and then reversed down your own stairs, holding the bannister, you know that descending does something to the legs that climbing does not. Going up costs you breath; going down quietly shreds muscle, and the bill arrives a day or two later. The useful part is that descending responds to training as predictably as anything else in running.
Why the descent wrecks you and the climb does not
Running uphill, the quadriceps shortens while it produces force. Running downhill, it lengthens while braking your body on every landing. That eccentric work causes far more small-scale damage inside the muscle fibres, which is why a long descent can empty your legs while your heart rate insists you are barely working.
The soreness is late by design. It usually peaks 24 to 48 hours afterwards and can linger for five to seven days, and it comes with a temporary drop in quad strength that returns gradually. A hard session two days after a big descent rarely goes well.
There is a payoff. Do one properly built descending session and the next one of the same kind hurts noticeably less, and that protection lasts for weeks. It is the whole argument for training descents deliberately instead of just enduring them on race day.
Technique: shorter steps, higher cadence, eyes up
The expensive mistake is reaching a straight leg out in front and landing on the heel. Every step becomes a small brake, and the knee and quad absorb all of it.
Shorten the stride and lift the cadence instead. If you run around 165 to 170 steps per minute on the flat, aim for 180 or more downhill. The foot then lands closer under your hips, the knee stays slightly bent, and the leg works like a spring rather than a post.
Resist the urge to lean back, however safe it feels. Keep the torso a touch forward, roughly in line with the slope, with the hips travelling forward rather than sinking.
Look four to six metres ahead, not at your feet. Your brain needs roughly half a second to plan where the next foot goes, and on technical ground that half second is the difference between flowing and flailing.
Carry the arms wider than usual, elbows out. They are balance, not propulsion. Keep the shoulders and jaw loose, because tension up top nearly always becomes a stiff, braking stride below.
Building descents without breaking yourself
Your first session should look almost trivially small: four to six efforts of 20 to 40 seconds on a gentle grade of about 5 to 8 per cent, jogging or walking back up. Once a week is plenty.
After that, change one thing per session. Extend the duration first, then the gradient, then the speed, and only then move onto rougher ground. Two variables at once is the quickest route to a week off.
Leave 48 to 72 hours before any hard session that follows a real descent. If you are rebuilding after time away, downhill work is the last thing you add back rather than the first, on the same staged logic as returning to training after a long break.
Before a race, put your last demanding descent two to three weeks out. Any closer and you race on legs still repairing themselves instead of on the protection you earned.
Strength work that protects the knees
Twice a week, 20 to 30 minutes, and none of it needs to be heavy.
Single-leg step-downs from a low box are the core exercise: three sets of 8 to 10 per leg, taking three to four seconds to lower. Touch the heel to the floor under control rather than dropping onto it.
Add Bulgarian split squats or reverse lunges, three sets of 8 per leg, plus squats with a deliberately slow lowering phase. If your squat pattern is still shaky, fix that before adding load — squatting from scratch covers the order to do it in.
Calves and the Achilles take as much of a beating on descents as the quads do. Train calf raises with both a straight and a bent knee, three sets of 12 to 15.
Finish with short, quiet landings from a low box, two or three sets of 5. It is the same landing mechanics that basketball players train to protect the knee, and it transfers straight onto steep ground.
If descents leave you with a nagging ache under the kneecap, that is a common pattern and usually responds to cadence and strength work, but it helps to understand where it comes from — knee pain in the squat describes the same mechanism.
Ankles, ground and the fall you can avoid
Single-leg balance, three sets of 30 seconds, ideally on something soft and sometimes with your eyes shut. Add banded ankle work, three sets of 15 in each direction.
On wet rock, roots and loose gravel, slow down before the section rather than in the middle of it. Braking on a slippery surface is worse than entering it slowly.
Poles take real load off the legs on long, steep descents, but they need practice. A race is not the place to use them for the first time.
One habit worth building: if you do go down, do not stick a straight arm out. Learn to fall sideways with the elbow tucked in.
When to see a doctor
Limping, a knee that swells within a few hours, or a knee that feels like it gives way under load is not ordinary muscle soreness and needs looking at.
The same goes for sharp Achilles pain that is worse in the morning than the evening, and for bone pain that gets slightly worse each day instead of easing.
Rare but serious: very dark urine, heavy swelling and marked leg weakness after an unusually long descent warrant urgent medical assessment.
And if fatigue drags on for weeks, sleep falls apart and motivation disappears, the problem is usually total load — the signs of overtraining are worth reading before you are deep in them.
