You have been squatting for a few months and the bar has not moved in weeks. Nine times out of ten the cause is one of three things: a setup that changes from set to set, too many heavy sets with no structure, or not enough sleep and food around training.

This guide follows that order — first how to make every rep look the same, then how much to do, then a concrete eight-week plan and what to change when the number stalls. The same logic applies to bench press plateaus; only the technical details differ.

The setup: feet, bar, grip

Set your feet roughly shoulder-width or a little wider, with the toes turned out somewhere between 15 and 30 degrees. There is no single correct stance — look for the one that lets you reach parallel without your heels lifting and without a pinching feeling in the hips.

The bar can sit high, on the traps, or low, across the rear shoulders. High bar keeps the torso more upright and loads the quads harder. Low bar demands more forward lean, brings in the hips and usually allows a bit more weight. Pick one and stay with it for at least eight weeks — constantly switching is a common reason progress looks random.

Take the narrowest grip your shoulders tolerate, because a narrow grip builds a firmer shelf of back muscle. Before unracking, pull the elbows slightly forward and under the bar, squeeze the shoulder blades together and tense the upper back. The bar should rest on muscle, never on the bony ridge of the spine.

What one good rep looks like

Walk the bar out in two steps, not four. Breathe into the belly rather than the chest and tighten the trunk all the way around, as if bracing for a punch. Hold that pressure for the whole rep and exhale only once you are past the hardest part of the way up.

The descent takes about two seconds and starts at the hips and knees together. Your knees are allowed to travel past your toes — that is normal for most people and depends on shin length and ankle mobility. What is not fine is the knees caving inwards as you stand up.

Drive up through the whole foot, not just the heel, and keep hips and chest rising at the same rate. If the hips shoot up first and the chest stays down, the rep has turned into a bad deadlift.

Depth: how low you actually need to go

The working standard is the hip crease dipping just below the top of the knee — what most gyms call parallel. The evidence is strongest for squats to at least parallel producing more quad and glute growth than partial reps with heavier loads.

Going deeper is optional. If you can sit lower without your pelvis tucking under at the bottom and without pain, go ahead, but expect to drop the weight. If the pelvis does tuck, shorten the range to the point where it does not, then work on ankle and hip mobility. Flat-soled shoes, or ones with a slight heel, often solve half the problem straight away.

Sets, reps and rest

For most people squatting twice a week, 3 to 5 working sets per session is a sensible frame, in the range of 4 to 8 reps for strength and 6 to 12 for size. Counting everything else you do for legs, 10 to 20 hard sets a week covers almost anyone's needs.

Leave 1 to 3 reps in reserve on most sets. Go to failure rarely, and almost never on heavy sets of five or fewer, where the recovery cost climbs faster than the benefit.

Rest 2 to 4 minutes between heavy sets. Shorter rests do not save you time, they just steal reps from the next set.

An eight-week plan

This is a frame for squatting twice a week with at least 48 hours between sessions. It slots into an upper/lower split as easily as into a three-day full body week.

  • Day A (heavy): 4 sets of 5 with a weight you could lift 7 or 8 times.
  • Day B (volume): 3 sets of 8 with roughly 10 to 15 per cent less than day A.
  • Weeks 1–3: add 2.5 kg a week to both days as long as every rep comes out clean.
  • Week 4: deload — same weights, half the sets.
  • Weeks 5–7: restart from week three's weight and add 2.5 kg a week again; when 2.5 kg stops working, add one rep per set instead.
  • Week 8: one heavy set of 3 to see where you stand, then begin a new cycle 5 to 7.5 kg above where you started.

Alongside the squat, keep one hamstring movement (Romanian deadlift or leg curl) and one single-leg movement, 2 to 3 sets each. Those cover the gaps the squat leaves open.

Breaking a plateau

First check that the plateau is real. If you have changed programme three times in six weeks, you do not have a plateau — you have no programme. A stall only counts when the same weight refuses to move for four to six weeks on a stable plan.

When it is real, a step backwards usually fixes it. Drop your working weight to 85 to 90 per cent of what you were doing, keep the sets and reps, and climb back at 2.5 kg a week. If reps always break down in the same spot, attack that spot. Stalling straight out of the hole usually means the quads are the limit, and paused squats (two seconds at the bottom) plus front squats help. Stalling mid-way while folding forward usually means the upper back is the limit, and rows plus a higher bar position help.

Then the dull part: without 7 to 9 hours of sleep, 1.6 to 2.2 grams of protein per kilo of bodyweight and enough calories, no plan works however good it looks written down.

The mistakes that come up most

  • Hips rising first. Almost always too much weight. Take 10 per cent off and rebuild the rhythm.
  • Knees caving in. Actively push the knees out towards the little toes throughout the rep.
  • Heels lifting. Narrow the stance, turn the toes out a little more, or try a raised heel.
  • Bouncing out of the bottom. Control the descent, then a short, firm turnaround — no dropping into the hole.
  • Cranking the head back. Look a few metres ahead of you and keep the neck in line with the spine.
  • Half reps with big plates. They only build the habit of not going down.
  • A belt on every set. A belt earns its place on the heaviest sets; learn to brace without one first.

When to see a doctor

Stop and get checked if you have sharp pain radiating down the leg, numbness or weakness in the foot, a swollen knee, a knee that gives way or locks, or back pain that does not settle over a few weeks or wakes you at night. Chest pain, dizziness or fainting under the bar are never ordinary fatigue.

If you have high blood pressure, a hernia, or you are pregnant, ask your doctor how to handle breath-holding under load. For the milder, nagging back pain that carries none of those warning signs, it is worth reading what actually helps prevent back pain.

Common questions

Are squats bad for your knees?

For healthy knees there is no evidence they are. Gradual loading generally raises how much stress a knee tolerates. Trouble comes from sudden jumps in weight or volume, not from the exercise itself.

Do I need a belt?

No, but it is useful above roughly 85 per cent of your maximum. Brace out against the belt rather than cinching it tight and leaning on it.

What if I have no squat rack?

Goblet squats, Bulgarian split squats and front squats cleaned off the floor cover most of the job. Work in the 8 to 15 rep range and add reps before you add weight.

How fast can I realistically progress?

In the first few months, 2.5 kg a week is realistic. After that it slows to a few kilos a month, and past the two-year mark progress is measured in training cycles rather than weeks.

The short version

  • Lock in your stance and bar position and leave them alone for at least eight weeks.
  • Squat to at least parallel, under control, with the trunk braced for the whole rep.
  • Run 3 to 5 working sets per session, twice a week, keeping 1 to 3 reps in reserve.
  • Add 2.5 kg a week while it works, and deload every fourth week.
  • When you genuinely stall, drop to 85–90 per cent and climb back rather than grinding the same weight.
  • Sleep, protein and calories decide whether the programme works at all.
