How much protein a day actually builds muscle, where the evidence is strong, where it is thin, and what that means in grams for your own body weight.

The question that comes up more than any other in the gym is whether 100 grams of protein a day is enough. The honest answer depends on what you weigh, how hard you train and whether you are cutting. But the number research keeps landing on sits around 1.6 grams per kilogram of body weight per day.
Below that you are probably leaving something on the table. Above it, the extra gain stops being measurable fairly quickly. There are some important details hiding inside that sentence, so let us go through them properly — and I will be clear about which parts are well established and which are still guesswork.
What we know reliably
Total daily intake does most of the work. The evidence here is consistent and repeats across a large number of independent studies: in people doing resistance training, moving intake from low levels up to roughly 1.6 g/kg produces measurably more lean mass. Past that point the curve flattens out.
The 0.8 g/kg figure is a floor, not a target. That recommendation exists to prevent deficiency in a general population that is not training. For someone lifting three to five times a week it is simply too little, and there is no serious argument about this.
Training is the requirement, not the extra. Protein is the building material, but the signal to build comes from the sets you actually complete. Without progressive overload, an extra 50 grams a day does almost nothing. This is one of the most solidly confirmed findings in the whole field.
In a calorie deficit protein matters more, not less. When you are losing fat, the body is more willing to take some of it out of muscle. A higher intake — the range usually quoted is 2.0 to 2.4 g/kg for people who are already fairly lean — reduces that loss. Protein is also filling, which helps when your calorie burn starts drifting down during a diet.
What is probable but not settled
The upper limit. You will often see roughly 2.2 g/kg quoted as the point where some individuals might still benefit. That is statistical caution rather than a demonstrated need — the top of a range results scatter across, not a measured optimum. If you are bulking on 1.8 g/kg, you are almost certainly not short.
Spreading it across meals. The idea that there is a per-meal ceiling has some logic and partial support behind it: roughly 0.4 g/kg per meal across three to five meals looks like sensible practice. But the claim that anything over 30 to 40 grams in one sitting is wasted has not held up — a larger meal is simply digested more slowly and used later. This area is thinner than it is usually presented.
Protein before bed. Plausible, and probably a small help, particularly if that meal is what gets you to your daily total. Whether it adds anything once daily intake is already high remains unresolved.
Plant sources. You likely need a somewhat higher total if most of your protein comes from plants, because the amino acid profile is weaker and absorption is poorer. Exactly how much higher is where estimates diverge, and it is fair to say so. Mixing sources across the day solves most of the problem.
Older lifters. The evidence points towards needing more protein with age, because muscle responds less strongly to the same stimulus. That is why a minimum of 1.2 to 1.6 g/kg is usually suggested for older adults, alongside proper strength work. We went through the detail in our piece on what actually changes in muscle after 60.
What gets reported badly
The 30-minute anabolic window. It does not exist in that form. If you ate a few hours before training, there is no reason to sprint for the shaker. The window is hours wide, and your daily total covers almost all of it.
Protein powder is something special. It is not — it is food in a convenient packet. Its advantages are cost per gram and speed, not any unique property. If that sounds deflating, it is worth checking which supplements genuinely have strong evidence behind them, because the list is shorter than the advertising suggests.
High protein wrecks your kidneys. In people with healthy kidneys this has not been demonstrated at the intakes used in training. With existing kidney disease the picture is different, and that is not something to improvise with.

What this means for your training and eating
If muscle growth is the goal and you are not cutting, 1.6 g/kg per day is a sensible target. At 80 kg that is 128 grams. Going to 1.8 g/kg puts you at 144 grams — no harm in it, you just have less room for everything else on the plate.
If you are losing fat, push up to 2.0 to 2.2 g/kg. At the same 80 kg that is 160 to 176 grams. This is one of the few places where being precise genuinely pays off.
If you carry considerably more body fat, base the calculation on your target weight rather than your current one. Otherwise you end up with a number that is hard to eat and brings no extra benefit.
In practice, split it across three or four meals of 30 to 45 grams. Not because the rest would go to waste, but because it makes the daily number easier to hit and keeps you fuller between meals.
One last thing. If the choice is between perfect protein timing and one more good-quality set, take the set. The order of importance runs like this: consistent, well-executed training, then total calories, then total daily protein, and only then timing and sources.
When to see a doctor
Speak to a doctor before raising your protein intake substantially if you have diagnosed kidney or liver disease, if you are on dialysis, or if a doctor has previously restricted your protein. The same applies during pregnancy and with diabetes where kidney damage is already known about.
Raised urea or creatinine on a routine blood test does not automatically mean a problem in someone who lifts regularly, but it is not a result to interpret on your own. Swelling, persistently foamy urine, or a sudden change in how much you are passing needs prompt medical attention.
