Someone next to you is grinding out 25 reps with a weight that looks almost comical, while you are fighting through a set of six heavy ones. Which of you is building more muscle? For decades the gym answer was obvious — heavy builds size, light "tones" — and that answer has largely fallen apart.

The short version: for muscle size, how heavy the weight is matters far less than most lifters assume, though it is not irrelevant. And the condition under which light loads work just as well is not a pleasant one. Here is what is solid, what is still guesswork, and where the story usually gets mangled.

What we know with confidence

The evidence is consistent on this point: when the number of sets is matched and sets are taken close to failure, loads from roughly 30% to 85% of your one-rep maximum produce similar muscle growth. In practice that covers everything from about five reps up to the low thirties. Whatever differences show up are too small for anyone to notice in the mirror.

The second reliable finding is about effort. With light loads, growth only happens if you push the set genuinely close to failure. A set you could take to 25 reps but stop at 15 does almost nothing — the muscle never reaches the part where the strongest fibres get recruited and fatigued. Heavy sets have that protection built in: if the bar is near your limit, the third rep is already hard work whether you like it or not.

Third, strength and size are not the same outcome. If your goal is a bigger bench or squat number, heavy work in the one to six rep range is not optional. You can build a muscle several ways; maximal strength you build by practising maximal effort.

Fourth, weekly hard sets predict growth better than load selection does. If you have to choose between getting the weight "right" and getting enough sets in, take the sets — we covered the numbers in the piece on how many sets per muscle per week.

Fifth, no rep range works without progression. Doing the same 15 reps with the same dumbbell at the same effort for six months gives your body no reason to change. Add a rep, add a kilo, add a set — but add something.

Probable, but not settled

Very light loads, below roughly 30% of your max, are probably the weaker option. That is where sets run past 40 reps and your grip, your breathing or your patience gives out before the target muscle does. The evidence suggests it still does something, but far less efficiently per minute spent.

The idea that heavy loads target fast-twitch fibres while light loads hit slow-twitch ones sounds tidy and has some physiological logic behind it, but in trained humans this is poorly researched so far. If the effect exists, it is small enough that building a programme around it makes no sense.

Mixing ranges — heavy on the main lifts, moderate to light on isolation — is probably at least as good as any single range, and many people find it easier to sustain. That it is strictly superior for size has not been shown.

Data on lifters over 50 and on complete beginners is thinner than on young recreational trainees. Assuming the same rules apply is reasonable rather than proven, though the joint-friendliness of lighter loads is a real practical advantage. What gets reported wrong

"8 to 12 is the hypertrophy range." It is a useful default, not a biological boundary. It became standard because it is convenient: heavy enough that sets do not drag on, light enough that technique survives. Muscle does not stop growing at rep 13.

"Light weights tone, heavy weights bulk." Toning is not a separate process. What people call definition is muscle you have built plus body fat you have lost, and fat comes off through diet and total activity, not through rep counts.

"Light is automatically safer." Joint load per rep is genuinely lower, and that matters. But a set of 25 taken to failure is punishing, and technique in the last five reps degrades much the same way it does under a heavy bar. Safety depends far more on gradual progression and control than on the number on the plate.

"If it makes no difference, I will just go light." It makes no difference to size, not to everything else. Light sets take longer, feel worse, and get cut short more often. Most people end up training more consistently on a mix.

A related exaggeration is rep tempo — counting seconds through each phase has a much smaller effect than it is sold as.

What this means for your training and diet

  • Compound lifts (squat, deadlift, presses, rows): 5 to 10 reps, stopping one to three reps short of failure.
  • Isolation work (biceps, triceps, lateral raises, calves): 10 to 20 reps, sometimes 25 — light loads shine here and cost you far less recovery.
  • Take light sets close to the end, zero to one rep in reserve. Otherwise they are wasted.
  • Volume: roughly 10 to 20 working sets per muscle group per week, split across two or three sessions.

Do not cut your rest just because the weight is light. A light set taken to failure still needs two to three minutes before the next one, as covered in the article on rest between sets.

If a particular exercise irritates a joint, the first move is substitution rather than stopping: same muscle, different angle, lighter load, more reps. Nutrition does not change with rep range. Aim for 1.6 to 2.2 g of protein per kilogram of body weight per day and a modest surplus of around 200 to 300 calories above maintenance. Sleep belongs in the same calculation, which we went through in the piece on sleep and muscle growth.

When to see a doctor

Get checked if you have sharp pain that appears at one specific point in a movement, pain lasting more than two or three weeks despite modifying your training, numbness, pins and needles or pain radiating down an arm or leg, a swollen joint, or any chest pressure, dizziness or breathlessness during effort. The same applies if you have uncontrolled blood pressure, a recent operation or a known heart condition — in that case the plan should be agreed in advance rather than improvised.

In short

  • For size, anything from 30% to 85% of your max works similarly, provided sets are taken close to failure. The evidence here is consistent.
  • For maximal strength, heavy loads have no substitute.
  • Weekly set count matters more than load selection.
  • Very light work, under 30%, is probably weaker, but that is not fully resolved.
  • The most practical setup: heavier on compounds, lighter and higher-rep on isolation.
