Training after 60: what really changes in your muscles
What genuinely changes in ageing muscle after 60, how much of it training can claw back, and what that means for your sets, reps and daily protein.

If you are past sixty and thinking about picking up weights, the question is rarely how much muscle you can build. It is usually whether there is anything left to build. There is — muscle still responds. It just responds differently than it did at thirty, and those differences decide what a sensible plan looks like.
What follows is not a tour of individual papers. The point is to separate what shows up across almost all the evidence from what is still being argued about, and from what gets repeated online without much behind it.
What is well established
Strength fades faster than size, and power faster than strength. The rough picture after fifty: roughly half a percent to one percent of muscle mass per year, strength around twice as fast, and the ability to produce force quickly faster still. The evidence here is consistent. It explains why someone who looks solidly built can still struggle to get out of a low chair.
Fibres do not shrink evenly. Fast fibres, the ones behind forceful and sudden movements, lose cross-sectional area more than slow ones. On top of that, the number of motor units falls, and surviving nerves take over orphaned fibres. The muscle becomes slower and less precise even when the tape measure around your arm has not moved.
Resistance training works at every age it has been tested. Gains in strength and size have been recorded in people in their eighties and nineties. The absolute gains are smaller than in younger trainees, but the percentage improvement in strength can be surprisingly similar, especially over the first few months.
The early months are mostly neural. If eight weeks of training adds 30 kg to your leg press while your thigh measurement barely budges, nothing has gone wrong. That is the normal order of adaptation: you learn to use the muscle before you grow it.
Older muscle responds less to a meal. This is anabolic resistance: the same amount of protein triggers a smaller muscle-building response than it would in a younger person. The practical consequence is simple. You need a bit more protein per sitting to get the same signal.
Inactivity now costs far more. A week or two in bed, a cast, or recovery from surgery strips more muscle and strength than it would at thirty, and it comes back more slowly. This is one of the best-confirmed findings in the whole area, and it is worth remembering whenever you plan a break.
Strength plus balance work cuts fall risk. Programmes that combine resistance training with balance drills reliably reduce falls in older adults. That is probably the single most valuable thing training gives you after sixty — well ahead of how you look or what the bar says.
What is likely but not settled
Exactly how much protein. Recommendations for active older adults mostly land between 1.2 and 1.6 g per kilogram of body weight per day, with roughly 25 to 40 g per meal. The direction is well supported: more than the official minimum. The precise figure per kilogram is not nailed down and probably varies between people.
Creatine monohydrate alongside training. In older trainees the evidence leans positive, typically at 3 to 5 g a day, but the effect is small and it does not appear in every trial. Worth trying, not worth expecting much from.
How much recovery you actually need. The claim that older people need twice as long between sessions is common. The evidence is mixed, and individual variation swamps the age effect. Post-session soreness is a poor guide here, as we covered in the piece on muscle soreness after training.
Vitamin D. In people with a genuine deficiency, correcting it can improve strength and function. In people with normal levels the benefit is weak or absent. It fixes a shortfall; it does not stimulate muscle.
Optimal weekly volume. For the over-sixties specifically, this is poorly researched. What is clear is that modest volume — two to four sets per movement — already produces solid progress, so there is no case for chasing big numbers at the start.
What gets misreported
- That muscle cannot grow after sixty. Wrong. It grows more slowly and by less, but it grows.
- That heavy weights are dangerous, so stick to light ones. Load is chosen from your technique and joints, not your date of birth. Light loads also work if the set is taken close enough to the limit, which is the subject of our piece on light loads and muscle growth.
- That protein damages kidneys. In people with healthy kidneys there is no convincing evidence of that. With existing kidney disease, intake is a doctor's call, not an article's.
- That it is all hormones. Declining hormones are part of the picture, but they explain less of the loss than inactivity, low protein intake and avoiding load.
- That cardio eats muscle. Not at the amounts an older trainee realistically does. It becomes an issue only alongside a large calorie deficit and low protein, as set out in the piece on cardio and muscle loss.
What this means for your training
A practical framework that fits the evidence looks roughly like this:
- Two to three sessions a week, full body, 5 to 8 exercises each.
- 2 to 4 sets per movement, 6 to 15 reps, stopping with 1 to 3 clean reps still in reserve.
- Train speed, not only load. One or two exercises where the lifting phase is deliberately fast against a moderate weight, around half of what you could manage for a single rep. That targets exactly what disappears fastest.
- Five minutes of balance work every session: single-leg stands, split-stance steps, walking a straight line heel to toe.
- Progress in small, measurable steps. Add 2.5 kg or one extra rep once the last session felt controlled.
- Rest 2 to 3 minutes on the big compound lifts; shorter rests mostly just degrade the next set, as discussed in our piece on rest between sets.

What it means for food and the rest of your day
Aim for 1.2 to 1.6 g of protein per kilogram daily, spread across three or four meals of 25 to 40 g each. For a 75 kg person that is roughly 90 to 120 g a day. Breakfast is usually the weak spot, because toast and jam contribute almost nothing to that total.
Sleep and everyday movement are not extras, they are part of the programme. When to see a doctor
Speak to a doctor before starting if you have heart disease, uncontrolled blood pressure, diabetes with complications, kidney disease, or recent surgery. Stop and seek assessment straight away for chest pain or tightness, fainting, sudden breathlessness, swelling in one leg, or abrupt weakness in an arm or leg. Unintended weight loss and a sudden slide in strength over a few months also deserve a check — that is not simply age.
In short
After sixty you lose strength faster than size, and speed fastest of all. Muscle still grows, only more slowly, and it needs a little more protein per meal to get going. The strongest evidence sits behind resistance training, balance work and adequate protein; around creatine, vitamin D and optimal volume it is thinner. The real enemy is not your age — it is long breaks.
