A spoon of honey on your porridge instead of a spoon of sugar in your coffee — does that change anything for your training, your weight, or your energy through the day? Short answer: less than people claim, but not nothing.

In practice honey and white sugar are two versions of the same thing: fast carbohydrate. The differences are real, they are just smaller than the difference made by how much you pour.

The numbers per realistic serving

These are rounded averages. Honey varies a fair bit by type and water content, so treat them as a guide rather than a precise measurement.

  • Honey, 100 g: around 305 kcal, around 82 g carbohydrate (nearly all simple sugars), around 17 g water, 0 g fibre, around 0.3 g protein.
  • White sugar, 100 g: around 400 kcal, 100 g carbohydrate, no water, no fibre, no protein.
  • One tablespoon of honey (about 21 g): around 64 kcal and about 17 g sugar.
  • One tablespoon of sugar (about 12 g): around 48 kcal and about 12 g sugar.
  • One teaspoon of sugar (about 4 g): around 16 kcal.

Here is the trap most people miss. Honey is denser and heavier, so the same spoon carries almost twice the mass. Per 100 grams honey has fewer calories than sugar, but per spoon it has more. Eyeball it and the error runs in the same direction as it does with everything else in the kitchen, which we covered in the piece on judging portion sizes by eye.

On composition: honey is roughly 38% fructose and 31% glucose in free form, plus water and traces of other sugars. White sugar is sucrose — glucose and fructose bonded in pairs, which gut enzymes split apart within minutes. What reaches your blood ends up looking very similar.

Honey's glycaemic index sits somewhere around 50 to 60 depending on the variety, against roughly 65 for table sugar. That sounds like an edge, but it mostly disappears once the honey arrives alongside yoghurt, oats or bread, because the fat, protein and fibre in the meal shape the blood sugar curve far more than the sweetener does.

Honey does contain vitamins and minerals, but in trace amounts. To get a meaningful dose of potassium from honey you would need several hundred grams, which is half a normal day's calories. Potassium and the other electrolytes come far more cheaply from ordinary food.

Fitting it into the day

Guidance on free sugars generally lands below 10% of daily calories, and honey counts as a free sugar in that sum. For someone eating 2,500 kcal a day that is about 60 g of sugar, roughly 250 kcal. Three tablespoons of honey across the day eat almost all of it.

So the smartest place for honey is where fast sugar earns its keep anyway: around training. For a hard session, 20 to 40 g of carbohydrate 30 to 60 minutes beforehand helps most people, and that is one to two tablespoons. A banana before training does the same job and brings some potassium and fibre along with it.

After training, honey is nothing special. Total daily carbohydrate and protein matter far more than whether recovery started with honey or with rice.

The place it piles up quietly is drinks. Two spoons a day in coffee, tea or a smoothie is about 130 kcal that nobody logs as food — a textbook case of liquid calories.

Who it suits, and who it does not

It suits you if you train hard or long, if solid food sits badly before a session, or if you simply like the taste and have room in your calories. It is compact and easy to dose.

It suits you less if you are cutting on a tight budget, because three tablespoons is close to 200 kcal you will not notice. It also suits you less if you have a sensitive gut or IBS — free fructose triggers bloating and cramping in a fair share of people. And if you are tracking blood sugar, honey is no exemption; it counts exactly like sugar.

Children under twelve months should never be given honey, because of the risk of the spores that cause infant botulism. That has nothing to do with quantity or quality.

Simple combinations

  • Before a morning session: 40 g of porridge oats with 1 tablespoon of honey — around 215 kcal and about 42 g of carbohydrate.
  • Fast high-protein breakfast: 200 g skyr, 1 tablespoon honey, 10 g walnuts — around 250 kcal and close to 22 g protein.
  • Before a longer ride or run: one banana with 1 teaspoon of honey — around 130 kcal, almost entirely carbohydrate.
  • Evening sweet craving: 150 g Greek yoghurt with 1 teaspoon of honey instead of half a tub of ice cream — around 145 kcal.

Common myths

"Honey is natural, so it doesn't count the same"

It counts. Your body reads glucose and fructose, not provenance. Natural does not mean calorie-neutral.

"Honey doesn't raise blood sugar"

It does, slightly more gently than pure sugar, and mainly when eaten on its own. Inside a mixed meal that gap all but vanishes.

"Raw honey has enzymes that do something"

Those enzymes are broken down in the stomach like any other dietary protein. Raw honey may taste and smell richer, but nutritionally it is still mostly sugar.

"Honey is medicine"

The evidence is strongest for mildly soothing a tickly cough in older children and adults, and for dressing certain wounds in clinical settings. Beyond that things are unsettled, and honey is not a substitute for treatment.

When to see a doctor

Speak to a doctor if you have diabetes or prediabetes and plan to change your sugar intake, if sweet foods regularly leave you bloated, cramping or with loose stools, or if you notice unexplained thirst, fatigue and frequent urination. For any reaction after honey in a small child, seek help immediately.

The short version

Honey runs around 305 kcal per 100 g and about 64 kcal per tablespoon; sugar is around 400 kcal per 100 g and about 48 kcal per tablespoon. Honey brings a little water, traces of minerals and a slightly lower glycaemic index. Sugar brings none of that. The difference is genuine and small.

If you like honey, use it — ideally around training, and in an amount you actually count. If you are hoping it will fix something sugar cannot, that part will not happen.
