Broccoli when you train: what it actually gives you and when to eat it
Broccoli's nutrition per 100 g, how much to eat daily, when to eat it around training, and how to cook it so the vitamin C doesn't end up in the water.

Broccoli has been sold as a superfood for years, but it is really just a very solid vegetable that fits easily into the meals around your training. It is worth eating because it delivers a lot of fiber, vitamin C and vitamin K for almost no calories. The problem is that most people eat it at the wrong time and boil it until barely anything is left.
What broccoli actually gives you
These numbers are for 100 g of raw broccoli. One medium head, as you buy it, weighs about 150–250 g.

- 89 mg vitamin C — more per gram than an orange

- roughly 89% water
On a plate: 200 g of raw broccoli is about 68 kcal, 5.6 g protein, 5.2 g fiber and nearly 180 mg vitamin C. It fills half the plate and barely registers in your daily calorie total. That is why it works so well in a deficit — 300 g is about 100 kcal, and the fullness you get from it is out of all proportion to that number.
How much to eat
There is no magic amount, but these are the quantities that work in practice:
- 150–250 g per meal, in two meals a day, so 300–500 g total
- if you are aiming for 25–35 g of fiber a day, 400 g of broccoli covers about 10 g of that
- if you have not been eating much vegetables, do not jump straight to 500 g — start at 150 g a day and add 50 g every 4–5 days
Broccoli is not mandatory. Kale, cauliflower, Brussels sprouts and spinach cover a similar profile. But if you like it, it is cheap and it survives every cooking method.
When to eat it relative to training
Before training
This is where most people get it wrong. Broccoli contains raffinose, a sugar your small intestine cannot break down, so bacteria in the large intestine ferment it. The result is gas and bloating 60–120 minutes after the meal. If heavy squats or deadlifts are on the program, do not eat 200 g of broccoli an hour beforehand. Leave 3–4 hours between a large broccoli-heavy meal and a hard session. If you train at 7 in the morning, broccoli belongs in lunch and dinner, not breakfast.
After training
Afterwards it is completely fine, but as a side, not the main event. A post-training meal for someone weighing 80 kg looks roughly like this: 150–200 g of chicken or fish (30–40 g protein), 200–250 g of cooked rice or potatoes (60–90 g carbohydrate), and 150–200 g of broccoli. The broccoli is there for volume, fiber and micronutrients — not for recovery.
How to cook it so something survives
- Boiling for 10 minutes destroys 40–60% of the vitamin C and a good share of the folate — it is the worst option
- Steam it 4–5 minutes, or pan-fry 5–6 minutes with one tablespoon of oil (10 g, about 90 kcal) — the florets stay bright green and firm
- cut florets to 2–3 cm so they cook evenly
- the stem is edible: peel off 2–3 mm of the outer layer and slice it into rounds, it has the same nutritional value
- frozen broccoli is nutritionally very close to fresh and needs 4–6 minutes — it is not a compromise
- if you have time, chop it and let it sit 30–40 minutes before cooking; more sulforaphane survives that way
Vitamin C and folate are water-soluble. If you do boil it, use the water for soup or a sauce instead of pouring it down the sink.
Broccoli is not a protein source
This needs saying plainly, because the arithmetic gets misquoted constantly. At 2.8 g protein per 100 g, getting 30 g of protein from broccoli would mean eating over one kilogram of it. On top of that, its amino acid profile is not complete.
If you are eating 1.6–2.2 g of protein per kilogram of bodyweight, at 80 kg that is 128–176 g of protein a day. Broccoli will realistically cover 8–12 g of it. The rest has to come from meat, fish, eggs, dairy or legumes.
Where broccoli genuinely helps is iron absorption from plant sources. Vitamin C substantially improves non-heme iron uptake, so 200 g of broccoli alongside a plate of beans or lentils is a sensible pairing.
When to see a doctor
- If you take warfarin or other anticoagulants — vitamin K directly affects your therapy. You do not have to cut broccoli out, but your intake has to stay consistent. Talk to your doctor before you double your daily amount.
- If you have a thyroid condition — glucosinolates can interfere with iodine uptake, but only at very large amounts of raw cruciferous vegetables (on the order of a kilogram a day) combined with low iodine intake. Cooking reduces it further. If you have hypothyroidism, mention it at your next check-up.
- If you have kidney disease — 316 mg of potassium per 100 g is not trivial when potassium is restricted.
- If bloating, cramping or diarrhea lasts longer than 2–3 weeks and does not settle when you cut vegetables back, it is no longer a diet question.
- Immediately: blood in the stool, severe abdominal pain that does not ease, or unintentional loss of 5 kg over three months.
The short version
- 100 g of raw broccoli: 34 kcal, 2.8 g protein, 2.6 g fiber, 89 mg vitamin C, 102 mcg vitamin K.
- A realistic amount is 150–250 g per meal, 300–500 g a day; increase gradually in 50 g steps.
- Do not eat it an hour before a heavy session — leave 3–4 hours; after training there is no issue.
- Steam it 4–5 minutes instead of boiling it 10; the difference is 40–60% of the vitamin C.
- It is not a protein source — 30 g of protein would take over a kilogram of broccoli.
