Estimating portions by eye: how wrong we are and how to fix it
Most people underestimate what they eat by 20 to 30 per cent, and the errors cluster in a handful of foods; here is how to calibrate your eye in two weeks.

You fry two eggs in a couple of tablespoons of oil, have a handful of almonds with your coffee, and put the whole thing at roughly 400 calories. The real number is closer to 650. That 250-calorie gap is the difference between a scale that moves and a scale that sits still for three months.
Estimating by eye is not useless. But it goes wrong in a predictable way: almost always downwards, and almost always on the same foods. The fix takes about two weeks of deliberate work, not a lifetime of weighing every mouthful.
How far off we actually are
When self-reported intake is compared against more objective measurement, research generally puts the gap at 20 to 30 per cent below actual intake, and larger in some groups. The error is not random noise — hardly anyone accidentally overestimates.
Two things drive it. The first is that your eye judges volume while your body counts energy, and the two barely correlate. A hundred grams of cooked chicken breast is about 165 calories; a hundred grams of almonds is about 580. On a plate they look like a similar amount of food.
The second is that the error scales with portion size. On a small serving you might be ten per cent out. On a large one you can be a third out or worse, because the brain does not scale volume in a straight line. The biggest mistakes land on the meals that were already the biggest.
Step one: two weeks of calibration
This is the only part that takes real effort, and it is short. Get a kitchen scale and for the next 10 to 14 days do this: before anything goes on the scale, say your estimate in grams out loud or type it into your phone. Then weigh it.
The number on the scale is not the point. The gap between your guess and the number is the point. After thirty or so repetitions you will see your own pattern — some people are consistently short on rice, others on cheese, nearly everyone on cooking oil.
Two practical notes. Weigh grains and pasta dry rather than cooked; rice roughly triples in weight when cooked and pasta roughly doubles and a half, and how much water they take up varies too much for cooked weight to be reliable. And weigh oil in grams rather than counting tablespoons, because a tablespoon is the least consistent measure in any kitchen.
Step two: your hand as the measuring unit
Once the scale has done its job you need something you carry with you. Your hand works well enough, and it has the useful property of scaling with the person — a bigger body comes with a bigger hand and bigger requirements.
- Palm (fingers excluded, roughly palm-thickness) ≈ 100 to 120 g of cooked meat or fish, about 25 g of protein.
- Cupped hand ≈ 150 g of cooked rice or pasta, which is 45 to 50 g dry.
- Fist ≈ 150 to 200 g of vegetables.
- Thumb (whole thumb, to the joint) ≈ 10 to 12 g of fat, so roughly 90 to 110 calories of oil, butter, peanut butter or full-fat cheese.
Treat these as reference points, not rules. Check them once against the scale: serve your usual portion of rice, decide how many cupped hands that is, then weigh it. For most people the usual portion turns out to be closer to two than one.
Step three: ten numbers worth memorising
Estimating only gets fast when you have anchors in your head. These ten cover most of what people actually eat:
- One tablespoon of oil (about 14 g) — 120 calories. Olive, sunflower, coconut, it makes no difference.
- One egg — about 75 calories.
- A slice of bread (30 g) — 75 to 85 calories.
- 100 g of dry rice or pasta — about 350 calories.
- 100 g of boiled potato — about 85 calories.
- A handful of almonds or walnuts (30 g) — 175 to 200 calories.
- 30 g of hard cheese — 110 to 120 calories.
- A tablespoon of peanut butter — about 95 calories.
- 100 g of cooked lean meat — 150 to 200 calories.
- A medium avocado — about 240 calories.
Notice what the dense end of that list has in common: it is all fat. A gram of fat carries 9 calories, a gram of protein or carbohydrate carries 4. That is why the largest estimating error is nearly always hiding in something that never looked like a portion.
Where most of it is lost: the things that do not look like food
Oil in the pan, dressing on the salad, mayonnaise in the sandwich, sauce alongside the meat, milk in three coffees a day, a few mouthfuls taken while cooking. None of it registers as a meal, and it adds up to 300 to 500 calories a day without much trouble.
Three habits deal with most of it: pour oil into a spoon rather than straight into the pan, ask for dressing on the side when eating out, and portion nuts before you start rather than eating from the bag. If a lot of your grazing is boredom rather than hunger, it is worth reading what chewing gum actually does to appetite.
Liquid calories are the same problem in another form. Juice, soft drinks, a flavoured coffee, a couple of pints — they slip past estimation entirely, and they do not fill you up anything like the same calories from solid food.
Eating out
Restaurant portions are the hardest thing to judge, because they are both larger than they look and fattier than they look. A kitchen uses considerably more oil and butter than you would at home, for the straightforward reason that it tastes better.
A workable rule: estimate the plate as you normally would, then add 30 per cent. It sounds crude, but on average it lands closer to the truth than your first guess did. Grilled meat or fish, plain sides and salad with the dressing on the side are far more predictable than anything breaded, gratinated or sitting in a cream sauce.
If you eat out often, the better fix is to eat out less rather than to perfect your estimates for restaurant food. A system for cooking a few days ahead does exactly that — you know the quantities because you measured them yourself.
The check: your body weight tells you whether your estimates are honest
Everything above is a tool. The verdict is whether your weight moves the way it should. Weigh yourself in the morning under the same conditions each time, and read the weekly average rather than any single day.
If you have been in a deficit for three weeks and nothing has moved, while your arithmetic says you should be losing around half a kilo a week, the problem is almost never your metabolism. Common mistakes
- Weighing only the foods that feel risky. Measuring the pasta but not the oil the sauce was made in means you measured the wrong thing.
- Weighing grains cooked. The same dry rice can weigh 250 g or 320 g cooked depending on the water. Dry weight is stable.
- The weekend that does not count. Five careful days and two entirely free ones often cancel out across the week. The issue is not the relaxing; it is that those two days get no estimate at all.
- Always rounding down. Caught between two guesses, people take the smaller one. Deliberately take the larger — you will be closer.
- Weighing forever. The scale is a calibration tool, not a way of life. Used permanently, your eye never learns to work on its own.
- Forgetting what you eat while cooking. Three or four tastes while dinner comes together is easily 100 calories nobody writes down.
When to see a doctor
For most people, measuring food is a neutral tool. For some it sets off something else. If you find you cannot eat a meal you have not weighed, if you start avoiding social meals because of it, if you feel guilty after every imprecise estimate, or if thinking about numbers takes up a large part of your day — stop measuring and speak to your GP or a therapist.
The same applies if you are losing weight without meaning to, or if you get dizzy spells, lose your period, or feel persistently flat. Those are not portion-estimating problems and a better scale will not fix them.
Common questions
Do I have to weigh food forever?
No. The aim is 10 to 14 days of calibration, then back to estimating with your hand. Most people do well with a single week back on the scale every two or three months, because estimates drift upwards over time.
Do tracking apps solve this?
Only partly. An app adds numbers up; it has no idea how much you put on the plate, and that is where the error comes from. Food databases are also uneven, so stick to entries with sensible values and stop chasing decimal places.
What do I do with a meal I did not cook?
Break the plate into parts you recognise: a palm of meat, two cupped hands of the side, a thumb or two of fat, plus the invisible oil it was all cooked in. Then add 30 per cent. That is as good as it gets without a scale, and it is good enough.
Once I hit my target, can I stop measuring?
You can, but keep one check running: the weekly weight average. It is the cheapest early-warning system there is, and it sits at the centre of any plan for holding your weight after a diet.
