Does Stretching Prevent Injuries?
What the research actually says about stretching and injury risk, how long to hold, which exercises cut risk, plus a 10-minute warm-up you can use.

Every gym has the same argument: if you stretch properly before training, will you avoid getting hurt? The short answer is that stretching on its own does not do what most people think it does, but that does not make it useless. Here is what we know, what we do not, and what is actually worth your time.
What the data shows
Static stretching before training, where you hold a position for 20 to 30 seconds, has a surprisingly weak effect on injury counts. Large reviews covering thousands of soldiers, runners and team-sport athletes generally find that the group that stretched and the group that did not end up with very similar injury rates.
For overuse injuries the effect is essentially zero. Achilles tendon pain, pain at the front of the knee, stress fractures and tennis elbow come from too many kilometres or too much tonnage in too little time, not from short muscles. No amount of stretching fixes jumping from 20 to 45 kilometres per week in two weeks.
One exception is worth mentioning: in sports with a lot of sprinting and hard changes of direction, stretching shows a small effect on acute muscle strains. Even there, the effect is far smaller than what strength training delivers.
What stretching actually does
It increases your range of motion right now. A few minutes of work realistically buys you 10 to 20 degrees at the hip or shoulder. That effect is short-lived, roughly 10 to 30 minutes if you do nothing else. It also reduces the feeling of tightness, which is subjective but not meaningless if that feeling is what stops you from squatting deep.
The downside: holding a static stretch longer than 60 seconds per muscle immediately before a maximal effort drops strength and power by about 1 to 5 percent for the next ten minutes or so. On a heavy triple in the squat that can be the difference between a good rep and a missed one. If you insist on static work beforehand, keep holds under 30 seconds and follow with at least 5 minutes of dynamic movement.
The warm-up that measurably works
What consistently reduces injuries in studies is a combined warm-up: easy jogging, dynamic movements, balance work and controlled landings. Teams that do this 2 to 3 times a week for 15 to 20 minutes report roughly 30 percent fewer injuries overall, and serious knee injuries up to 50 percent less often.
The gym version takes 8 to 10 minutes:
- 3 to 5 minutes of easy cardio, until you break a light sweat and your breathing is noticeably up.
- Dynamic movements, 8 to 12 reps per side: leg swings front-to-back and side-to-side, walking lunges with a torso rotation, arm circles, cat-cow, 10 bodyweight squats.
- Ramp-up sets to your working weight: empty bar, then 40, 60 and 80 percent of your working load for 3 to 5 reps each. This is the most useful part of the warm-up and the part people skip most.
Strength protects better than flexibility
If you want the single biggest lever on injury risk, it is strength training through a full range of motion, especially eccentric work, meaning the controlled lowering phase.
- Nordic hamstring curls: 2 to 3 sets of 4 to 6 reps, 1 to 2 times per week. Programmes built around this exercise show roughly 50 percent fewer hamstring injuries.
- Romanian deadlifts: 3 sets of 8 reps with a 3-second lowering phase.
- Calf raises, seated and standing: 3 sets of 12 reps, useful for the Achilles and lower leg.
- Bulgarian split squats: 3 sets of 8 reps per leg, full depth.
- Banded shoulder external rotations: 2 sets of 15 reps, 2 to 3 times a week if you press overhead often.
The second big factor is progression. Increase weekly mileage or total tonnage by about 10 percent per week and take an easier week every fourth cycle. On top of that, 7 to 9 hours of sleep and roughly 1.6 to 2 grams of protein per kilogram of bodyweight per day do more for your tendons than any stretching routine.
When static stretching is still worth it
It is worth it when range of motion is a concrete problem, for example if your heel lifts in the bottom of a squat or you cannot reach overhead without arching your back. In that case hold 30 to 60 seconds per muscle, 2 to 3 times a week, after training or as its own 10-minute block. For lasting change, budget 5 to 10 minutes of total time per muscle group per week over 6 to 8 weeks.
Note: stretching does not clear post-training soreness. The measured effect is about 1 point on a 100-point scale, which you will not feel. An easy walk and a normal meal do more.
When to see a doctor
Not every ache needs an appointment, but these should not wait:
- You heard or felt a pop in a muscle or joint, with sudden sharp pain and inability to bear weight.
- Swelling, bruising or visible deformity appearing within the first few hours.
- Pain that has not improved after 2 weeks of rest and reduced load, or that gets worse week over week.
- Tingling, numbness or weakness travelling down an arm or leg.
- Joint pain with fever, redness and warm skin over the joint.
- Chest pain, dizziness or fainting during exertion, no matter how young you are.
The short version
- Static stretching before training does not meaningfully reduce injuries, especially overuse injuries.
- An 8 to 10 minute warm-up with dynamic movements and ramp-up sets has a much clearer effect.
- Eccentric strength work, such as Nordic curls for 2 to 3 sets of 4 to 6 reps twice a week, is the best muscle protection you have.
- Do static holds after training, 30 to 60 seconds per muscle, 2 to 3 times a week, and only if range of motion is a real limitation for you.
- Pain lasting more than 2 weeks, or coming with swelling, tingling or weakness, needs a doctor, not more stretching.
