Does Lifting Weights Stunt Growth in Teenagers?

Almost everyone who walked into a gym before eighteen has heard don't lift until you stop growing. The short answer: resistance training does not make anyone shorter. What can genuinely cause damage is bad technique, skipping the learning phase, and maxing out with nobody watching — and all three are fixable with numbers instead of fear.

Where the myth came from

Two sources. The first is a set of observations from the 1970s about children doing heavy manual labour ten or more hours a day on poor diets. Those kids were shorter than their peers, but the cause was undernutrition and years of chronic overload, not a barbell.

The second is a handful of case reports from the same era: boys aged 12 to 15 fracturing a growth plate while attempting maximal overhead lifts, alone, with nobody teaching them the movement. From those few cases people drew a conclusion that does not hold — that the load itself is the problem.

What a growth plate is and what actually threatens it

A growth plate is a layer of cartilage near the end of a long bone, and that is where the bone lengthens. In girls it usually closes between 14 and 16, in boys between 16 and 19. While it is open it is mechanically weaker than the surrounding bone and tendons, which is why a teenager fractures through the plate in situations where an adult would only sprain a ligament.

But what breaks a growth plate is a sudden, uncontrolled spike of force: a fall off a bike, contact in football, a bad landing angle, or a weight dropping on you because you started a rep you could not finish. Gradual, controlled loading does the opposite — mechanical stress in sensible doses increases bone density, and adolescence is the fastest bone-building window you will ever get. Youth injury data generally shows fewer than one strength-training injury per 1,000 training hours, lower than football, basketball or gymnastics. Most of those injuries are not growth plates at all; they are pinched fingers and weights dropped on feet, mostly among kids training alone at home with no supervision.

What actually affects your height

Height is set by genetics, food, sleep and hormones. Studies following children and adolescents through several months to several years of strength training have not found slower growth compared with their peers — they found more strength, denser bone, and fewer injuries in whatever sport those kids played.

What can genuinely slow growth is a chronic calorie deficit. Train six times a week while eating at 1,600 calories a day and the body will shut down growth, puberty and the menstrual cycle long before it gives up muscle. That is a far more realistic risk than the barbell.

What sensible training looks like from 12 to 18

Weekly structure

  • 2 to 3 strength sessions per week, 45 to 60 minutes, with at least 48 hours between sessions hitting the same muscle groups.
  • 10 minutes of warm-up: 3 to 4 minutes of easy cardio, then dynamic drills and one set with an empty bar.
  • 4 to 6 exercises per session, mostly compound: squat, deadlift from blocks, press, row, chin-up, loaded carries.
  • 2 to 3 sets of 8 to 15 reps, with 90 to 120 seconds of rest between sets.

How heavy

The first 4 to 6 weeks are for technique only: empty bar, 1 to 5 kg dumbbells, a tempo of 2 seconds down and 1 second up. Finish every set with 2 to 3 clean reps left in the tank. Progression is simple — once you hit the top of the rep range in every set for two sessions in a row, add 1 to 2.5 kg on upper-body lifts and 2.5 to 5 kg on leg work.

One-rep-max testing makes no sense before roughly 16 and before at least one or two years of solid technique. The same goes for fast Olympic lifts and drop landings from heights above 40 to 50 cm — not forbidden, but they need light loads, low reps and someone watching the execution.

Food and sleep

  • Sleep 8 to 10 hours. Most growth hormone is released in the first part of the night.
  • Protein 1.4 to 1.8 g per kilogram of body weight per day, spread across 3 to 4 meals of 20 to 30 g each.
  • Calcium around 1,300 mg per day and vitamin D around 600 IU per day — milk, yoghurt, cheese, sardines, eggs.
  • No deficit during growth. Losing more than 0.5 kg per week without meaning to means you are eating too little.
  • Water 2 to 3 litres a day, more in summer and on two-a-day training days.

When to see a doctor

These are not wait and see situations:

  • Pain exactly at the end of a bone next to a joint (knee, wrist, shoulder) lasting more than 2 weeks or waking you at night.
  • Pain that started in one moment — a fall, a knock, a failed rep — after which you cannot load the limb, or there is swelling or visible deformity.
  • Low back pain lasting more than 2 to 3 weeks in an adolescent, especially if it worsens when bending backwards.
  • Numbness, tingling or weakness in an arm or leg.
  • Fainting, chest pain or breathlessness out of proportion to the effort — get this checked before training again.
  • Unintended weight loss, absent periods for more than 3 months, constant fatigue and falling performance.

The short version

  • Weights do not stunt growth; the myth traces back to malnourished child labourers and a few unsupervised maximal-lift injuries.
  • Growth plates break from sudden force, not from gradual loading — controlled training actually builds denser bone.
  • A realistic frame: 2 to 3 sessions a week, 4 to 6 exercises, 2 to 3 sets of 8 to 15 reps, stopping 2 to 3 reps short of failure.
  • Leave one-rep maxes until after 16 and only after one to two years of clean technique.
  • Too little food and sleep is what really holds growth back: 8 to 10 hours of sleep, 1.4 to 1.8 g of protein per kilogram, around 1,300 mg of calcium a day.
