Detraining: how quickly you lose strength and muscle
What really happens to strength and size after two, four or eight weeks off, how little training it takes to hold on, and how to come back sensibly.

You go away for ten days, come back and catch something, then a deadline lands on top of it — and suddenly it has been five weeks since you last lifted. The question is always the same: how much have I lost, and how long until I have it back?
The answer is kinder than most people fear, but there isn't just one answer. Strength, muscle size and cardio fitness fade at different rates, and they return at different rates too.
What is well established
Strength holds on longer than your reflection does. In people who were training regularly beforehand, two to three weeks off usually leaves no measurable dent in maximal strength. The evidence here is consistent: retest after a short layoff and the numbers tend to come back the same, or near enough.
Size starts slipping a little earlier than strength, but not immediately. The first clearly measurable drop in muscle thickness and cross-sectional area shows up somewhere after the third week of doing no resistance training at all. What you notice in the mirror in the first ten days is mostly something else.
Long layoffs cost you, but they don't erase you. After two to three months without a single session, the drop in strength for most people is measured in single digits to low double-digit percentages, not a return to square one. Part of what you built — especially the neural side, the technique and the ability to produce force — sticks around for a long time.
Cardio fades faster than strength. Aerobic capacity falls measurably within two to four weeks, and blood plasma volume starts shifting within days. That's why you get out of breath on the stairs long before your squat drops. The upside is that aerobic fitness comes back quickly as well.
Maintenance takes far less work than growth. The evidence here is unusually consistent: one or two sessions a week, with only a few hard sets per muscle group, will hold strength and size for weeks and often a couple of months. The trick is to cut the number of sets, not the weight on the bar.
Stopping training and being immobilised are not the same thing. If you're still walking, working, carrying shopping and eating normally, losses are slow. If a leg is in a cast or you're stuck in bed, muscle cross-section drops within the first weeks and drops much faster. That's exactly why it's worth training the healthy side while the other one is in a cast.
Coming back is faster than getting there was. Regaining old form reliably takes less time than building it the first time. After a layoff of a few months, that's usually a matter of weeks rather than months.
Age speeds up the losses. Over the same period of inactivity, older people lose more muscle and more strength than younger ones, and take longer to rebuild it.
What is likely, but not settled
Why the comeback is faster. The popular explanation is that muscle cells keep the nuclei they gained during training, so the machinery for regrowth is already in place. That looks convincing in animal models; in humans it isn't settled, and some researchers think technique, habit and epigenetic changes explain a good part of it. The effect is real, the mechanism isn't nailed down.
Whether experienced lifters lose more slowly. It sounds logical and some data point that way, but the picture is muddy: the more advanced you are, the more you have to lose, so the absolute drop can be larger even if the relative one is smaller. This one is poorly resolved for now.
Which fibres give way first. Fast fibres probably shrink more than slow ones during inactivity, but the difference is smaller than commonly claimed and hard to measure in living people.
What actually helps during a layoff. There are hints that creatine blunts losses during bed rest or immobilisation, though results aren't unanimous; if you're already taking it, there's no reason to stop, and the practical detail sits in the piece on creatine dosing and what it really does. How much individuals differ. One person lifts the same after six weeks off, another loses noticeably more. It's the same story as with progress — two people on the same programme don't respond alike, and they don't respond alike to the same break either.
What gets passed around wrongly
‘Two weeks off and it's all gone.' It isn't. That line usually comes from immobilisation data, or from a gym trying to sell you a membership.
‘Muscle turns into fat.' They're two different tissues and one doesn't convert into the other. What actually happens is that muscle deflates slightly while fat tissue grows if you eat more than you burn — two separate processes that happen to overlap in time.
‘I deflated in three days.' In the first few days without training, muscle sheds some glycogen, and every gram of glycogen carries roughly three grams of water with it. That's your kilo or two on the scales and the flatter look, with not a gram of muscle tissue lost. It comes back within a few sessions.
‘You have to start from scratch.' You don't, and you shouldn't. An empty bar after six weeks off only drags the comeback out.
Precise deadlines like ‘after 72 hours the muscle starts breaking down'. Numbers like that have no grounding. The body doesn't run on a timer.
What this means for your training and eating
If you can see the break coming — travel, exams, a minor procedure — don't plan a full programme, plan a minimum. Two 30-minute sessions a week, 3–4 exercises, 2 hard sets each, with loads close to what you're used to. In most cases that's enough to lose almost nothing.
If the break has already happened, don't measure the damage with a max attempt in week one. Start at roughly 60–70% of the loads you used before, 2–3 sets, stopping 3–4 reps short of failure, and add about 5% a week. Expect soreness, and don't read it as proof that everything's gone. The first session back can hurt out of all proportion; the second one much less, which is the ordinary repeated bout effect.
Eating does more during a layoff than any supplement. Keep calories near maintenance and protein around 1.6–2.2 g per kilogram of body weight a day. A large deficit with no training costs you muscle; a large surplus with no training adds fat. Seven to nine thousand steps a day protects both your energy expenditure and your conditioning better than people expect.
When to see a doctor
Muscle loss that doesn't match the layoff isn't a detraining question: one side of the body visibly weaker than the other, weakness that worsens even though you're moving, unintended weight loss, numbness or loss of sensation, or swelling and calf pain after a long spell of immobility. The same goes if the break is happening because something hurts — pain that hasn't settled within a few weeks needs looking at, not pushing through. After surgery or a serious injury, the return plan belongs with your doctor or physiotherapist.
