Training frequency: once or three times a week per muscle
What the evidence actually says about how often to train a muscle each week, where the science is settled and where it is still guesswork.

You hear the same question in every gym: “I do chest on Monday and that's it for the week — am I missing out?” Or the opposite — someone has read that every muscle needs hitting three times a week, and now they're trying to squeeze that into four sessions with no idea where to start.
There is a solid answer, but it isn't the one most people expect. Frequency matters less than the internet suggests, and it matters in a different way than the usual advice implies.
What we know reliably
Weekly volume is the main driver of growth. The evidence here is consistent and has been for years: the number of hard sets per muscle per week — sets taken close to failure, roughly zero to three reps in reserve — predicts growth better than anything else about your schedule. Frequency is how you distribute that number, not a separate ingredient.
With volume matched, frequency on its own changes very little. Ten sets for back in one session against five plus five across two sessions produces growth differences small enough to disappear into measurement noise. The same holds for splitting across three days. This is one of the few questions in strength training where different lines of research point the same way.
Higher volume needs higher frequency for practical reasons. Twenty sets of legs in one session is not the same thing as two sessions of ten. The last few sets get done with half the load, the session drags past two hours, and quality collapses. Frequency doesn't add anything magic here — it just keeps a large volume usable.
For strength and technique, frequency counts for more. Lifting is a skill, and skills improve with repeated exposure, not just total sets. If you want a stronger squat or deadlift, meeting that lift two or three times a week teaches the nervous system faster than meeting it once. What is likely, but not certain
That very high volumes genuinely require three sessions per muscle. The logic is strong and practice follows it, but direct comparisons at those volumes are thin on the ground. Treat it as a sensible estimate rather than an established fact.
That advanced lifters benefit from higher frequency more than beginners. It sounds reasonable, since advanced lifters need more volume and more volume needs spreading out. But most of the research has been done on people with under two years of training, so this is poorly studied for now.
That shorter, more frequent sessions improve recovery. Fewer sets per session usually means less soreness and less inflammation the next day, and that shows up fairly consistently. Whether it translates into more muscle six months later is unresolved.
That exercise selection should change your frequency. Movements that emphasise loading in the stretched position cause more muscle damage and take longer to recover from, so a lower frequency might make sense for them. This is poorly studied, and it isn't something to build a whole programme around.
What gets passed on wrongly
“Protein synthesis lasts 48 hours, so you must train every other day.” The mechanism is real, the conclusion isn't. A short-term spike in synthesis measured in a lab is a poor predictor of how much muscle you'll have after three months. Mechanism data and outcome data often disagree.
“Bro splits don't work.” They do, provided that single session actually contains enough quality sets and the last ones aren't just survival. Many people fail at that, but that's an execution problem, not a flaw in the principle.
“Training more often means growing faster.” Only if volume goes up alongside it. Splitting ten sets across three days instead of one gives you three shorter sessions, not more muscle. Frequency is the container; volume is what's in it.
“If you're not sore, it didn't count.” Soreness is a poor indicator of session quality. It largely fades once you're used to a movement, while growth carries on regardless.
“Some people are just high-frequency responders.” Individual variation in how people respond to training is real and sizeable — there's a separate piece on genetics and response to training — but there's no convincing evidence that one session a week fails for some people while two succeeds, at the same volume.
What this means for your training
Count sets first, days second. For most muscle groups, ten to twenty hard sets a week covers what the average lifter needs. Anywhere from five to thirty reps per set works similarly well for growth, though building strength also needs heavier work in lower rep ranges.
Once you know the set count, the schedule follows on its own:
- Up to 10 sets per week: once a week is fine. No reason to split it.
- 10 to 20 sets: spread across two days. The quality of the later sets is noticeably better.
- Over 20 sets: three times a week — and only if you're genuinely progressing at that volume, not because it sounds more serious.
In practice: full body three times a week, or an upper/lower split four times a week, both give you two exposures per muscle without any arithmetic. A classic five-day body-part split gives one exposure and demands that each of those sessions actually gets done properly.
Make an exception for the big lifts. Squat, deadlift, bench and chin-up progress best at two to three exposures a week, even if the rest of the programme runs less often. Does nutrition change?
Not much. The target stays 1.6 to 2.2 grams of protein per kilogram of bodyweight a day, spread across three to five meals. Training a muscle three times a week just spreads the workload more evenly through the week — there's no need for special days or special meal timing. Enough carbohydrate to get through your sessions and seven to nine hours of sleep will do more for recovery than any schedule change.
When to see a doctor
Pain that lasts more than a few days and doesn't ease, sharp pain inside a joint during movement, numbness or weakness in an arm or leg, or a swollen joint — none of that gets fixed by rearranging your split. If you notice dark urine, severe swelling and pain that won't settle after an unusually hard session, get seen the same day. Chest pain, dizziness or fainting during exertion always warrant a check before your next session.
In short
- Volume drives growth; frequency only distributes it. The evidence here is consistent.
- At matched volume, once versus twice versus three times a week produces similar growth.
- Ten to twenty hard sets per muscle per week covers most people.
- Up to 10 sets — once a week. Above that — twice. Above 20 — three times.
- Strength and technique do benefit from repetition: keep the big lifts at two to three exposures a week.
