BCAAs: What They Actually Do, Dosage, and Whether They're Worth It

A straight explanation of what BCAAs actually do in muscle, how much leucine you need, what a real dose looks like, and the few cases where they help.

BCAAs are one of the best-selling supplements in any gym and one of the worst explained. The pitch sounds reasonable: take the three amino acids muscle uses most, drink them around your training, get a better result. The logic falls apart the moment you look at what your body actually needs to build new muscle protein.

What BCAAs actually are

BCAA stands for branched-chain amino acids, and there are three of them: leucine, isoleucine, and valine. Supplements usually blend them in a 2:1:1 ratio, sometimes 4:1:1 or 8:1:1 to push more leucine. Of the 20 amino acids that build protein, 9 are essential, meaning your body cannot make them and you have to eat them. BCAAs are three of those nine.

Leucine is the interesting part. It acts as a signal, a kind of switch that tells the muscle cell through the mTOR pathway to start building. That is why leucine gets counted separately rather than just reading total BCAA grams off the label.

Why the signal alone is not enough

Picture building a wall that requires 9 different types of brick. Leucine is the foreman shouting to start work. If you show up with the foreman and two workers but you are missing the other six brick types, the wall goes up slowly no matter how loudly the foreman shouts.

The research says the same thing. In a 2017 study that measured muscle protein synthesis directly, 5.6 g of BCAAs after resistance training raised synthesis by roughly 22 percent above placebo. That sounds decent until you see the comparison: the same amount of leucine delivered inside 20 g of complete whey protein raised synthesis about twice as much. Same signal, no building material.

Soreness and fatigue

The evidence here is slightly better but still modest. Meta-analyses show BCAAs can reduce delayed onset muscle soreness, the ache you feel 24 to 48 hours after a session, by a few points on a 100-point scale. That is a difference most people will never notice in practice.

The detail that matters: the effect shows up almost entirely in people eating less than 1.2 g of protein per kilogram of bodyweight per day. Push intake to 1.6 g/kg and above and the difference largely disappears. The central fatigue story involving tryptophan and serotonin sounds elegant, but the resistance training data behind it is weak and inconsistent.

Dosing, if you take them anyway

  • Count leucine, not total BCAAs: aim for 2.5 to 3 g of leucine per feeding if you are under 40, and 3 to 4 g if you are over 50, since muscle responds less to the same signal with age.
  • 2:1:1 BCAAs: 6 to 10 g of powder gives you roughly 3 to 5 g of leucine. Going past 10 g adds nothing.
  • Timing: 15 to 30 minutes before training or right after. The window is nowhere near as tight as people claim; total daily intake matters far more.
  • EAAs instead of BCAAs: if you are buying powder anyway, 10 to 15 g of essential amino acids, all nine of them, is the more sensible purchase for the same money.

For comparison, here is what ordinary food delivers:

  • 30 g scoop of whey powder: about 25 g protein and 2.5 to 3 g leucine
  • 150 g chicken breast: about 33 g protein and 2.5 g leucine
  • 3 whole eggs: about 19 g protein and 1.6 g leucine
  • 200 g Greek yogurt: about 20 g protein and 2 g leucine
  • 250 g cooked lentils: about 22 g protein and 1.7 g leucine

In other words, one normal meal already clears the threshold. If you eat 4 meals a day with 30 to 40 g of protein each, BCAA powder adds nothing you did not already have.

When BCAAs actually have a role

The list is short but not empty:

  1. You train fasted early in the morning and genuinely cannot eat anything 2 to 3 hours beforehand. Then 8 to 10 g of BCAAs, or better 15 g of EAAs, works as a small bridge to your first meal.
  2. You are in an aggressive cut, more than a 700 kcal daily deficit, and struggling to hit 1.6 g/kg of protein.
  3. You eat plant-based with low total protein, where leucine per meal lands under 2 g.
  4. You are immobilized or recovering from surgery with a poor appetite. That is a conversation with your doctor, not a solo experiment.

What to do instead

  • Total protein 1.6 to 2.2 g per kilogram per day, split across 3 to 5 meals of 0.3 to 0.4 g/kg each.
  • Creatine monohydrate 3 to 5 g daily, every day, no loading phase needed. Far more effect for the same money.
  • 10 to 20 working sets per muscle group per week, 5 to 30 reps, taken to within 1 to 3 reps of failure.
  • 7 to 9 hours of sleep. One bad week of sleep undoes more than any powder can fix.

When to see a doctor

For a healthy person, BCAAs are broadly harmless at up to 20 g a day, but there are situations where you should not improvise:

  • Kidney or liver disease: clear any added amino acid intake with your doctor before you start.
  • Maple syrup urine disease (MSUD): a rare inherited disorder in which BCAAs are absolutely contraindicated.
  • Type 2 diabetes or known insulin resistance: chronically elevated blood BCAA levels are a marker associated with insulin resistance. Supplementing has not been shown to cause it, but it is worth mentioning at your next appointment.
  • Pregnancy and breastfeeding: the data is thin, so do not start without medical advice.
  • Fatigue lasting more than 3 to 4 weeks despite decent sleep and food is not a supplement problem. That warrants basic bloodwork: complete blood count, iron, ferritin, vitamin D, and thyroid.

The short version

  • BCAAs are three of the nine essential amino acids. Leucine triggers growth, but without the other six you cannot actually build protein.
  • BCAAs alone raise muscle protein synthesis by about 22 percent, while the same leucine inside a complete protein raises it roughly twice as much.
  • If you use them, take 6 to 10 g of a 2:1:1 blend, or better 10 to 15 g of EAAs. The target is 2.5 to 3 g of leucine per feeding.
  • A single meal with 30 g of protein already clears that threshold, so at 1.6 g/kg per day BCAAs have essentially nothing to add.
  • Your money works far harder elsewhere: enough protein, 3 to 5 g of creatine daily, progressive overload, and sleep.
