Alcohol and Muscle: What You Actually Lose, and How Much
What alcohol really costs you in muscle, sleep and next-day strength, in grams and calories, plus how to time drinking around your training week.

Alcohol does not cancel out your training, but it can charge you a steep fee — mostly through sleep, recovery, and calories nobody logs. The question is not whether you are allowed a drink, but how much, when, and what it costs you the next day. Here are numbers instead of vague advice.
What actually happens in the muscle
After a strength session, muscle protein synthesis stays elevated for 24 to 48 hours — that is the window in which the muscle is actually built. A large dose of alcohol blunts it. In controlled studies, a dose of about 1.5 g of alcohol per kilogram of body weight taken right after training reduced muscle protein synthesis by roughly 25 to 35% — even when subjects ate 25 g of protein alongside it.
Translated into glasses: for an 80 kg person that is about 120 g of pure alcohol, meaning six pints or eight to nine shots in one evening. That is not I had a beer after the gym. That is a night out. The gap between those two scenarios is enormous, and it usually gets lost in the conversation.
Dose is everything — what is in what
- Beer, 500 ml at 5% — about 20 g alcohol, 200 to 220 kcal
- Wine, 200 ml at 12% — about 19 g alcohol, 160 to 170 kcal
- Spirits, 50 ml at 40% — about 16 g alcohol, 110 kcal without mixer
- Cocktail with juice or syrup — 200 to 350 kcal per glass
Practical thresholds for an 80 kg lifter: below 0.5 g/kg (about 40 g, two beers) the measurable effect on muscle is small to none. Between 0.5 and 1 g/kg (two to four beers) sleep starts to degrade. Above 1 g/kg (four beers and up) both protein synthesis and next-day strength take a hit.
Sleep is where you lose the most
This is the part people underestimate. Two or three drinks in the last three hours before bed shorten REM sleep by roughly 10 to 25% and push deep sleep into the first half of the night, so you wake up repeatedly in the second half. Resting heart rate that night runs 5 to 10 beats per minute higher, and heart rate variability drops.
The result: the next day you train with less energy, recover more slowly between sets, and lose technique on the last reps. If you lose two nights of quality sleep a week, that costs you more than any direct hormonal effect of alcohol.
Hormones and next-day strength
After large doses (over 1 g/kg), testosterone can drop 20 to 25% for the following 10 to 16 hours, with cortisol elevated. After one or two drinks those shifts are small and short-lived — not worth worrying about.
What is more measurable: the day after heavy drinking, explosive tests (vertical jump, sprint) fall 5 to 15%, and reps-to-failure typically drop by one or two per set. If your session was eccentric-heavy (lowering phases, downhill running), the soreness lasts longer. Add dehydration — each gram of alcohol pulls out roughly 10 ml of extra fluid, so four beers put you about 800 ml down.
The calories nobody counts
Alcohol carries 7 kcal per gram, and your body burns it first, which means fat oxidation slows while it is being cleared. Four beers a week is about 850 kcal — roughly 0.1 kg of fat per week if nothing else changes, or about 5 kg over a year. That does not include the food you eat at 2 a.m., which is often another 600 to 1,000 kcal.
How to fit it around training
- Do not drink the night before a heavy leg or back day. Leave 8 to 12 hours between the last drink and a serious 5x5 squat session.
- If you trained before going out, eat a meal with 30 to 40 g of protein before the first drink, not after.
- Drink 500 ml of water per alcoholic drink, and add something salty (a handful of nuts, a bowl of soup) for sodium.
- Cap it at 2 to 3 drinks and stop at least 3 hours before bed.
- Do not write off the next day: 20 to 30 minutes of walking, a lighter session at 60 to 70% of usual loads, and 1.6 to 2.2 g of protein per kilogram of body weight.
- Keep it to one, at most two, drinking evenings per week.
When to see a doctor
Some of this is not a training question but a health one. See a doctor if:
- you cannot stop or cut down despite repeated attempts, or you drink in the morning
- you get shakes, sweating, or insomnia after a day or two without alcohol
- you have pain under the right ribs, yellowing skin or eyes, or persistently dark urine
- you have heart palpitations, frequent vomiting, or blood in your stool
- you take medication (especially paracetamol, antibiotics, blood pressure or psychiatric drugs), are pregnant, or are planning a pregnancy
If you regularly drink more than 10 drinks a week, get liver enzymes and a blood count checked once a year.
The short version
- One or two drinks occasionally will not wreck your muscle; four or more in an evening cut protein synthesis by 25 to 35%.
- The biggest loss is sleep, not hormones — REM drops 10 to 25%, and the next day's session drops with it.
- Leave 8 to 12 hours between the last drink and heavy training; next-day strength falls 5 to 15%.
- Count the calories: a 500 ml beer is 200 kcal, and four a week is about 5 kg a year.
- Drinking you cannot control, shakes without alcohol, or yellow skin belong to a doctor, not to a training plan.
