You switched to a plant-based diet, your training hasn't changed, and the bar has stopped moving. Or you're thinking about switching and want to know what's coming. The answer is almost never "is veganism bad for muscle" — it's four or five specific things that quietly slip when meat, eggs and dairy leave the plate.

Muscle still wants the same inputs: enough calories, enough protein, training that progresses, and enough sleep. A plant-based diet changes none of those rules. It changes how much food has to go on the plate to hit the same number, and it adds a short list of micronutrients you now have to plan for rather than get by accident.

Step 1: fix your protein number

For anyone lifting regularly, the usual range is 1.6 to 2.2 g of protein per kilogram of bodyweight per day. Without animal foods, it makes sense to aim at the upper half of that — roughly 1.8 to 2.2 g/kg.

There's no mystery to it. Plant proteins are, on average, slightly less well used by the body and carry less leucine, the amino acid that does most of the work in triggering muscle growth. The practical result is that the portion has to be a bit bigger for the same effect.

At 80 kg that's 145 to 175 g a day. At 60 kg, roughly 110 to 130 g. If this is a new number for you, log what you actually eat for a week before changing anything — most people are 30 to 50 g off their own estimate. Step 2: pick sources that carry weight

Plant sources are not interchangeable. Some deliver 20 to 25 g per serving; others give you 4 g and a lot of fibre. If your day rests on the second group, the number simply won't add up.

  • Soya, in all its forms — tofu, tempeh, edamame, soya milk. Its amino acid profile is the closest thing to an animal source.
  • Seitan — the densest per gram, but low in lysine, so pair it with pulses.
  • Pulses — lentils, chickpeas, beans, split peas. The workhorse of any plant-based week.
  • Nuts and seeds — useful as a top-up, too fat-heavy to be the backbone.
  • Pea, rice or soya protein powder — not compulsory, but it rescues the days when you don't cook.

Fruit and veg belong here for fibre and vitamins, not protein. Strawberries and similar fruit are a good habit, but don't count them towards your daily total.

Step 3: spread it across 3 to 4 meals

Research generally points the same way: the body responds better to protein spread through the day than to 70 per cent of it arriving at dinner. Aim for 30 to 45 g per meal, three or four times.

With plant sources, the upper end of that range is the safer bet, precisely because of the lower leucine content. Breakfast is the usual gap — porridge made with water and a banana isn't going to do it. Swap in fortified soya milk instead of water, add a scoop of powder, or put tofu on toast.

Step 4: sort the calories, not just the protein

This trips people up more often than protein does. Plant foods carry a lot of fibre and water, they fill the stomach fast, and someone trying to grow can easily end up 300 to 500 kcal short of what they think they're eating.

The signs are recognisable: weight flat or drifting down, strength stalling, worse sleep, and a permanent feeling of being full but flat. If you're building, reach for denser foods — olive and rapeseed oil, peanut or almond butter, dried fruit, avocado, hummus, a smoothie instead of another salad. The reverse is also true. If you're cutting, that same fullness is an advantage — just keep protein at the top of the range to protect muscle.

Step 5: the short micronutrient list

This is the part good intentions won't cover. A handful of nutrients need an actual plan.

B12 is the non-negotiable one. There's no reliable plant source, so it comes from fortified foods or a supplement. Common practice is a smaller daily dose or a larger weekly one — check with a doctor or dietitian which suits you. A deficiency builds over months and does it quietly, so don't judge it by how you feel.

Iron from plants is absorbed less readily, and guidance for people who don't eat meat often puts the requirement around 1.8 times higher. In practice: eat something with vitamin C alongside the lentils or beans — peppers, pineapple, lemon over the salad — and move tea and coffee an hour away from meals, since both cut absorption.

Zinc comes from pulses, pumpkin seeds and wholegrains. Soaking and sprouting reduce phytates and help absorption.

Calcium — around 1000 mg a day. Fortified plant milks, calcium-set tofu, tahini, kale. Shake the carton; the calcium settles at the bottom.

Vitamin D is a winter problem for almost everyone at our latitudes, not a vegan-specific one.

Omega-3 — flax, chia and walnuts supply ALA, but conversion to EPA and DHA is poor. Algae oil is the direct route if you want that covered properly.

Step 6: creatine

Creatine is the one performance supplement worth singling out here. People who don't eat meat or fish tend to carry lower muscle creatine stores, which means supplementing may do more for them than for an omnivore.

Three to five grams of monohydrate a day, at any time of day. Powdered creatine is made synthetically rather than from animals, though it's worth checking the label on capsules for gelatine.

What to actually track

Weekly: your average bodyweight (weigh daily, read the weekly average), how many meals hit at least 30 g of protein, and whether the loads on your main lifts have moved.

Occasionally: bloods. B12, ferritin and vitamin D are the three worth checking roughly once a year, and sooner if symptoms show up. Worth knowing that supplementing can make a B12 reading look fine on its own, so a doctor may ask for additional markers.

Common mistakes

  • No protein plan at all. Salad, pasta and fruit can be perfectly healthy and still land you at 70 g a day.
  • Skipping B12. The most serious item on this list and the easiest to fix.
  • Too much fibre too fast. Jumping from 20 to 60 g a day buys you bloating and bad sessions. Ramp up gradually.
  • Avoiding soya because of something you read online. The evidence doesn't support worrying about normal intakes.
  • Getting all protein from powder. Powder is a top-up, not a foundation — lean on it and you lose the iron, zinc and fibre that come with real food.
  • Blaming the diet when the programme is the problem. If nothing is progressing in the gym, no amount of tofu fixes that.

When to see a doctor

Book an appointment if you have persistent fatigue that rest doesn't touch, tingling or numbness in hands or feet, pale skin with dizziness, unusual hair loss, or heavy periods that make low iron likely. The same applies if you're pregnant, breastfeeding, or if a teenager in the house is eating this way — requirements rise and guesswork stops being good enough.

Don't put yourself on high-dose iron. Excess iron isn't harmless, and it should follow a blood test rather than a hunch.

Common questions

Is soya bad for men?

The evidence doesn't show that normal amounts of soya lower testosterone or harm muscle growth. Tofu, tempeh and soya milk are among the best plant protein sources available, and there's no reason to work around them.

Do I need protein powder?

Not necessarily. If you comfortably hit your number from food, powder adds nothing. If you're 30 to 40 g short most days, a pea, rice or soya blend is the simplest fix there is.

Can I get everything from food without supplements?

Everything except B12, which has to come from a supplement or fortified food. Vitamin D and algae-based omega-3 are worth considering depending on the season and your menu; creatine is a choice rather than a requirement.

Why am I so bloated since switching?

Almost always the sudden jump in fibre and pulses. Increase the amount over two to three weeks, soak dried beans properly and rinse tinned ones. For most people the gut adapts.
