Why Your Muscles Hurt After Training

You wake up the day after a leg session and walking down the stairs suddenly feels like a project. That ache has a name — delayed onset muscle soreness, or DOMS — and it has almost nothing to do with lactic acid, no matter how often you hear that in the gym. Here is what actually happens inside the muscle, how long it lasts, and which of the usual fixes are worth your time.

Lactic acid is not the culprit

The lactate produced during a set of 12 reps clears from your blood within 30 to 60 minutes after training. The soreness that greets you the next morning starts 6 to 12 hours later, long after the lactate is gone. The burn you feel in the last 2-3 reps of a hard set is related to metabolites, but that is a completely different phenomenon and it fades within a couple of minutes of rest.

What is actually going on

When a muscle gets a load it is not used to, small disruptions form inside the fibres — sarcomere structure gets messed up and membrane permeability changes. Your body responds with an inflammatory process: immune cells arrive to clear the damaged material, mild swelling raises pressure inside the tissue, and the free nerve endings in the connective sheath around the muscle become more sensitive. That is why it hurts on touch, on stretch and on contraction, while sitting still barely registers at all.

This is not an injury in the medical sense. It is a normal part of adaptation, and the muscle comes out of it more resistant than it went in.

The eccentric phase does most of it

Most of the micro-damage comes from eccentric work — the phase where the muscle lengthens under load. Lowering the bar, descending into a squat, running downhill. In that phase a muscle can handle 20 to 50 percent more force than it can lift, so the mechanical stress is higher. Do 4 sets of 8 Romanian deadlifts with a 4-second lowering tempo and your hamstrings will almost certainly speak up the next day, even at a moderate weight.

The timeline

  1. 6-12 hours: first stiffness, usually barely noticeable.
  2. 24-48 hours: peak soreness and tenderness to touch.
  3. 72 hours: clearly fading, movement feels normal again.
  4. 5-7 days: fully gone for most people.

Alongside the soreness comes a temporary strength drop of 10 to 30 percent in the first 24 to 48 hours, plus reduced range of motion. Strength returns within 3 to 5 days. This is why testing a max two days after a hard session for the same muscle group is a bad idea.

Soreness is not a grade for your training

This is the part most people get wrong. DOMS measures how new the stimulus was, not how good it was. Someone running the same program for 4 weeks barely feels a thing, yet keeps adding weight to the bar and building muscle. The mechanism is called the repeated bout effect: a single hard eccentric session gives protection that lasts 6 to 8 weeks, so the second time around the same exercise costs you far less.

If your criterion for a good session is barely being able to walk, you will keep swapping exercises just to chase the feeling — and that comes at the expense of load progression, which is what actually builds muscle.

What actually helps

  • Light movement: 10 to 20 minutes of walking, cycling or easy work for the sore muscle at around 50 percent of your usual intensity. The most reliable item on this list.
  • Sleep: 7 to 9 hours. Chronic short sleep prolongs the soreness and slows the return of strength.
  • Protein: 1.6 to 2.2 grams per kilogram of body weight per day. For an 80 kg person that is 130 to 175 grams, ideally split across 4 meals of 30 to 40 grams.
  • Fluids: roughly 30 to 35 ml per kilogram per day, plus 500 to 700 ml for every hour of heavy sweating.
  • Sensible progression: add about 10 percent to load or volume per week. Jumping from 3 to 8 sets per muscle group is the fastest way to 5 days of soreness.

What helps less than you think

Static stretching before or after training reduces soreness by less than one point on a 0 to 10 scale — a difference you will not notice in practice. Massage or 10 to 20 minutes with a foam roller gives real but short-lived relief. Ice baths do lower the perceived soreness, but using them routinely after strength training blunts the inflammatory signal that is part of adaptation, and long-term that costs you muscle and strength gains — save them for days when performing tomorrow matters more than progressing. Anti-inflammatory painkillers mask the pain without repairing anything, so they are not something to take after every session.

When to see a doctor

DOMS itself is harmless, but a few conditions look like it and are not:

  • Urine the colour of strong tea together with severe pain, swelling and weakness — possible rhabdomyolysis. Go to emergency care the same day.
  • Soreness that has not eased after 7 to 10 days, or that keeps getting worse.
  • Sharp, pinpoint pain that appeared in one instant, often with a popping sensation — that is a strain or tear, not DOMS.
  • Swelling in one limb only, with redness, warmth or a fever above 38 degrees.
  • Numbness, tingling or loss of strength that does not clear within a few hours.

The short version

  • Next-day soreness is not lactic acid — lactate clears within an hour of training.
  • The cause is micro-damage plus an inflammatory response, mostly from the eccentric phase of a lift.
  • It peaks at 24 to 48 hours and clears in 5 to 7 days; strength drops 10 to 30 percent temporarily.
  • Soreness measures novelty, not training quality — track progress in kilograms and reps instead.
  • What works: light movement, 7 to 9 hours of sleep, 1.6 to 2.2 g of protein per kg, and roughly 10 percent weekly progression.
