Warming up and injury risk: what the evidence actually shows
What a warm-up genuinely does for injury risk, what it does not do, and how to build ten minutes at the start of a session that are worth the time.

Five minutes on the bike and a few arm circles before your first set — does that actually protect you, or are you just spending time you could give to working sets? It is a fair question, because warming up has been passed down for decades as a rule nobody bothers to test.
The short answer: something in a warm-up does reduce injury risk, but it is usually not the part people assume. The evidence is strong for one kind of warm-up and very thin for what happens in a typical gym.
What we know reliably
The strongest evidence comes from pitches and courts, not from squat racks. Structured programmes lasting 15 to 20 minutes, combining light running with strength work, balance drills and controlled landings, cut injury rates in team sports. Done two or three times a week across a season, lower-limb injuries drop by roughly a third, and certain knee injuries by noticeably more. The evidence here is consistent — the same pattern shows up across independent reviews covering tens of thousands of athletes.
The second reliable finding is the awkward one: the active ingredient is not heat. What protects you is the strength and movement control being repeated week after week, not warmed-up muscle fibres. Strip the strength component out of these programmes and leave only jogging and dynamic stretching, and the effect largely collapses. What we call a warm-up is really a short training session that happens to sit at the front.
Third, the dose is the condition. Teams that run the programme less than twice a week, or trim it to five minutes because they are running late, get little or no protection. It works only when it is actually done, and done for months. That is probably the single most important point in this whole topic.
Fourth, and separate from injuries: raising muscle temperature by one or two degrees genuinely improves performance. Contractions are faster, range of motion increases, the same load feels lighter. That evidence is clear. But performing better and getting hurt less are two different outcomes, and they do not automatically travel together.
What is likely but not settled
Does warming up before lifting reduce injury risk? Probably it helps, but it has never been properly tested. Almost everything we know about injury prevention comes from sports involving sprinting, jumping and sharp changes of direction. Carrying those findings across to deadlifts and bench presses is reasonable, but it remains an assumption rather than a demonstrated result.
Ramp-up sets — empty bar, then 50, 70 and 85 per cent of your working load — make sense for two reasons: they raise temperature and they tell you how the movement feels today. Nobody has shown directly that they lower injury rates. This is poorly researched so far.
The same applies to the claim that warming up reduces next-day muscle soreness. If there is an effect, it is small and inconsistent.
The knee is the one joint where the picture is clearer, simply because most of the research has gone there, which is why it is worth reading the separate piece on preventing knee injuries. Shoulders run the other way: targeted scapular and rotator cuff work looks useful for people who already have symptoms or do a lot of overhead work, but evidence that a purely preventive routine stops shoulder injuries in a healthy recreational lifter is weak. What gets reported wrongly
Stretching prevents injuries. It does not. When static stretching was tested on its own before activity, injury rates did not fall. It does other things — it increases range of motion and tolerance to being stretched — and that is not the same as protection.
Static stretching wrecks your strength. This has been exaggerated in the opposite direction. The drop shows up with long holds, over sixty seconds per muscle, amounts to a few per cent, and fades within minutes. Hold each position for twenty seconds, then do three ramp-up sets, and there is nothing left of it in practice.
A warm-up protects everything. It does not. The evidence clusters around hamstring strains, ankle sprains and knee injuries. Once I am warm I can go straight to a heavy single. Being warm does not cancel the fact that a sudden jump in volume or intensity is one of the best-established risk factors we have. A week where you suddenly add ten sets per muscle group carries more risk than one skipped warm-up.
What this means for your training
In practice a warm-up has two separate jobs, and they are worth keeping apart.
- Preparing to perform: 5 to 10 minutes of easy cardio or dynamic movement, then 2 to 4 ramp-up sets up to your working weight. Every session.
- Reducing risk: 2 to 4 strength and control exercises, 2 to 3 sets each, twice a week. Eccentric hamstring work, hip adduction, single-leg balance and squatting, controlled landings. This is the part that carries the result in the research.
If you are short on time, cut the general warm-up rather than the strength work. And avoid a twenty-five minute build-up that leaves you tired before the first working set — in strength training that costs you reps.
How much you do overall is still a bigger question than how you start, which is why it is worth reading about weekly sets per muscle group. Nutrition: where it touches injury risk
Nutrition has nothing to do with the warm-up itself, but it does touch injury risk. The strongest evidence concerns chronically low energy intake: when the body spends months in a large deficit, bone and tendon recover more slowly and stress fractures become more common. This is better documented in women, but it applies to men too.
Everything else is weaker. Around 1.6 grams of protein per kilogram of body weight supports recovery, but there is no direct evidence that it lowers injury rates. Supplements are thinner still — creatine has solid evidence for strength and lean mass, and none for injury protection, as explained in the piece on what creatine is actually proven to do. Dehydration and poor sleep are both linked to more injuries, but that link comes from observational data and can be explained by other things going on at the same time.
When to see a doctor
Get checked if pain persists beyond two or three weeks despite reducing your load, if you felt a sharp pop or tearing sensation, if a joint is swollen and gives way, if you cannot put weight through a leg, or if you have numbness, weakness or loss of sensation. Pain that wakes you at night and does not change with position also deserves a proper look rather than another month of patience.
In short
Warming up reduces injury risk when it contains strength, balance and movement control, when it is done at least twice a week, and when it is not abandoned after a month. Feeling warm and stretching beforehand have no proven protective effect, though a short warm-up clearly improves how you perform. In the gym there is no direct evidence, so the sensible move is to borrow the principle: a few ramp-up sets to prepare, plus a handful of strength exercises done consistently. Most of your risk is still decided outside those ten minutes — in how fast you add load.
