Stretching before training: what the evidence actually shows
What is solidly established about static stretching before a workout, how much it really affects strength and injury risk, and how to order your warm-up.

You walk up to the bar and someone tells you not to stretch before squatting because it will make you weak. A week later someone else tells you that you tweaked your hamstring precisely because you skipped stretching. Both bits of advice are delivered with the same confidence, and the evidence behind them is nowhere near equally strong.
Two things get conflated constantly, so let's separate them. Static stretching means holding a position that lengthens a muscle, usually for 20 to 60 seconds. A dynamic warm-up means moving through range without holding — leg swings, lunges, trunk rotations, empty-bar sets. The research says different things about each, and most of the confusion comes from lumping them under one word.
What is solidly established
Long static stretching immediately before effort temporarily reduces strength and power. The evidence here is consistent and shows up across a range of setups. Dose is the whole story: when a single muscle group is stretched for more than 60 seconds, drops in maximal strength, jump height or sprint speed usually land somewhere between one and five per cent. At 20 to 30 seconds per group the effect is small enough that you will never feel it in a gym session.
The drop is short-lived. It largely disappears within five to ten minutes, and it is effectively gone if you follow the stretching with dynamic work and a few ramping warm-up sets. The issue is not stretching itself, but stretching as the last thing you do before your first heavy set.
Stretching increases range of motion, both immediately and over months. This is the firmest finding in the whole area. A few minutes per muscle group per week, spread over four to eight weeks, reliably buys you more range — and it does not seem to matter much whether that is one two-minute hold or four thirty-second ones.
Stretching does not prevent muscle soreness. Not before training, not after. The evidence is clear and mostly negative: where a difference shows up at all, it is smaller than one point on a hundred-point scale. If you ache the next day, stretching was not the missing ingredient.
Static stretching on its own does not cut injury risk the way it is usually claimed to. What does appear to work are multi-part warm-ups combining easy running, strength work, balance and controlled landing — in team sports these produce meaningfully fewer injuries, with reported reductions sometimes reaching a third. The same principle underpins everything that holds up in knee injury prevention: strength and control, not held positions.
Probable, but not settled
Why range of motion improves. Most of the change is probably in how much stretch you tolerate rather than the muscle physically becoming longer. That very long-term stretching also alters the tissue itself cannot be ruled out, but that part is still poorly resolved.
Whether the strength drop matters in ordinary training. Probably not. Almost nobody holds three minutes per muscle before a working set, and the ramping sets in between bring the system back online anyway. The pattern mirrors the argument about rep tempo: a real laboratory effect that shrinks considerably once it meets a normal training session.
Long loaded stretches and muscle growth. The idea that holding a muscle in a lengthened position for several minutes can drive growth is interesting, but it is thinly researched so far — small samples, mostly calves, and protocols few people will keep doing. Do not build a programme around it.
Full-range lifting as a substitute for stretching. Romanian deadlifts, deep squats and deep-range press-ups appear to deliver flexibility gains comparable to dedicated stretching. The direction of the evidence is encouraging, but the question is not closed.
Stretching and persistent pain. Stretches get prescribed constantly for backs and shoulders, yet what repeats in the evidence is that movement and strengthening in general help, not the holds specifically. That is exactly the thrust of the practical advice on preventing back pain.
What gets reported wrongly
"Stretching makes you weak." Stated without a dose, it is simply wrong. The finding comes from protocols where one muscle group is stretched for several minutes with nothing afterwards. Thirty seconds on a hurdle followed by two warm-up sets will not ruin your squat.
"Stretching prevents injuries." Not for static stretching by itself. Warming up helps, but because of the other ingredients.
"You stretch so you don't get sore." It does not do that. It does something else — range of motion — and it does that job well.
"Warming up means stretching." This is the costliest confusion, because people swap ten minutes of preparation for three minutes sitting in a toe-touch and then start their first heavy set cold.
"You can't squat deep because you're not flexible." Sometimes true, but more often it is technique, stability, stance width and simple practice. Range restrictions are rarely solved by stretching alone.
What this means for your training
A running order that respects all of the above:
- 5 to 10 minutes of general warm-up — bike, rower or brisk walking, until your heart rate is up and you are just starting to sweat.
- 5 to 8 dynamic movements of 10 to 15 reps each, aimed at whatever is coming.
- 3 to 5 ramping sets building to your working weight. This is the part that matters most and the part most often skipped.
- If range is the actual limit — say you cannot reach an overhead press position — put 15 to 30 seconds per muscle early in the warm-up, then go back to dynamic work and your ramping sets.
Treat flexibility as its own goal with its own slot: 5 to 10 minutes, three to five times a week, after training or in a separate session. Holds of 30 to 60 seconds, two or three per muscle group. That is enough, and it costs your recovery almost nothing. It matters more as the years add up and stiffness returns faster between sessions — which is part of what smart training at 50 looks like.
Nutrition has essentially nothing to offer here. No supplement or food makes you more supple, and claims about hydration and "muscle elasticity" are marketing rather than established. If you want a clean example of the gap between what is proven and what is sold, creatine is the useful comparison.
When to see a doctor
Get it looked at if stretching sends pain shooting down a leg or arm, if it comes with numbness or weakness, or if a joint is swollen, locking or giving way. The same goes if the injury happened suddenly with a snapping sensation, or if pain has lasted more than a few weeks and wakes you at night. And if you bend easily in every direction yet something always hurts, it is worth checking for hypermobility before adding more stretching.
In short
- Long static holds right before a heavy set do reduce strength temporarily — slightly, and only past about a minute per muscle group.
- Short holds of 20 to 30 seconds, followed by dynamic work, are practically harmless.
- Stretching reliably increases range of motion. That is its actual job.
- It does not prevent soreness, and on its own it does not reduce injuries.
- Real protection comes from a warm-up with strength and control in it, plus proper ramping sets.
