Swimming vs running: which one, and when

What swimming and running actually burn, how each loads joints, shoulders and bone, plus concrete weekly plans and sessions for both.

Swimming vs running: which one, and when

Swimming and running get compared as if one has to win, but the real deciding factor is how much impact your body currently tolerates and whether you have pool access. On energy cost and cardio effect they are closer than most people assume — they just load completely different tissue. Here is the concrete difference and how to fit both into a week.

Energy cost: numbers, not feel

The fairest comparison runs through METs, using the formula kcal per minute = MET × 3.5 × bodyweight in kg ÷ 200. For a 75 kg person that works out to:

  • Running 8 km/h (7:30 min/km) — about 8.3 MET, 11 kcal/min, 650 kcal per hour
  • Running 10 km/h (6:00 min/km) — about 9.8 MET, 13 kcal/min, 770 kcal per hour
  • Freestyle, moderate — about 5.8 MET, 7.6 kcal/min, 460 kcal per hour
  • Freestyle, hard — about 9.8 MET, identical to running at 10 km/h, 770 kcal per hour
  • Breaststroke, easy — about 5.3 MET, 420 kcal per hour

The point: hard freestyle and solid running cost the same. The difference is that it is far easier to drift into an easy pace in the water, and almost nobody swims a full hour without stopping — a realistic pool session is 35-45 minutes with wall rests, so actual expenditure lands below what the calculator says.

Joint load

Running produces ground reaction forces of 2.5 to 3 times bodyweight on every step. At a cadence of 165-180 steps per minute, a 30-minute run means roughly 5,000 ground contacts. That is exactly why running builds bone — and why knee, Achilles and shin pain show up when you raise volume too fast.

In water that force is essentially zero. That makes swimming the first choice with excess weight, osteoarthritis, a stress fracture, or a return from injury. The cost is the shoulder: in high-volume swimmers, shoulder pain is the single most common complaint, driven by 2,000-plus strokes per session through the same movement pattern.

Heart rate in water is not the same heart rate

At the same effort, heart rate in water usually sits 10-15 beats lower than on land, because of the horizontal position, hydrostatic pressure and cooling. Bring your running zones to the pool and it will look like you are doing nothing. Practical fix: drop your zone boundaries by 10 beats, or steer by 100 m splits and breathing instead.

Fitting both into a week

You run, and want to add swimming

  • 3 runs + 1 swim per week
  • Put the swim the day after your hardest run: 25-30 minutes, about 1,000 m of easy freestyle, as 10 × 100 m with 20 s rest
  • Do not raise weekly running mileage by more than 10%, and do not add the swim in the same week you raise mileage

You swim, and want to start running

  • First two weeks: 8 × (1 minute run / 2 minutes walk), three times a week
  • Each week add 1 minute of running per interval and take 15-30 s off the walk
  • In 8-10 weeks you reach 30 minutes of continuous running; go faster than that and your shins will send you back to the start

Two sessions that do the work

  1. Pool: 300 m warm-up, 8 × 50 m fast with 20 s rest, 4 × 100 m moderate with 15 s rest, 200 m easy — about 1,300 m, 35-40 minutes
  2. Run: 10 minutes warm-up, 6 × 400 m at 90% effort with 90 s walking between, 10 minutes easy cool-down

Technique is the limiter in water, not on the road

Bad running form slows you down; bad swimming form stops you. Drag rises with the square of velocity, so an inefficient swimmer spends several times the energy for the same pace and finishes out of breath without much cardio benefit.

If swimming is your main sport, 4-6 coached sessions are worth more than a month of swimming alone. The minimum to work on:

  • Bilateral breathing — every third stroke, so the shoulder is not loaded asymmetrically
  • Single-arm drill: 6 × 25 m, three lengths per side
  • Hips near the surface; if your legs sink, no amount of effort makes up for it

Bone and strength

Swimming does not raise bone density, because there is no impact loading — swimmers often measure at the level of inactive people. If the pool is your main training, add two strength sessions a week:

  • Squat and deadlift or lunge: 3 sets × 5-8 reps
  • Rows and pulldowns, to balance a shoulder that constantly works forward: 3 × 8-12
  • 20-30 easy jumps at the end of the session, twice a week

Hunger, chlorine and small details

  • After swimming in cooler water (below 22 °C) hunger tends to hit harder than after running — plan a meal with 20-30 g of protein instead of improvising on the way out
  • Do not enter the pool hungry: 30-40 g of carbohydrate an hour before covers a 45-minute session
  • You cannot feel yourself sweating in water — drink 400-500 ml across a 45-minute session
  • If you cough or wheeze after the pool, try a facility with better ventilation before concluding swimming does not suit you

If you can only pick one: run if your joints are healthy and you have 30 minutes; swim if impact hurts, you carry excess weight, or you are coming back from injury.

When to see a doctor

  • Chest pain or pressure, fainting, dizziness or an irregular heartbeat during effort — immediately, no waiting
  • Shoulder pain lasting more than 2-3 weeks, waking you at night, or stopping you from raising your arm overhead
  • Pinpoint pain on the shin or foot bone that is present at rest too — suspect a stress fracture
  • Over 40, high blood pressure, diabetes, or more than a year of inactivity — get checked before starting intervals
  • Repeated ear or sinus infections and a persistent cough after pool sessions

The short version

  • Hard freestyle and 10 km/h running cost the same, around 770 kcal per hour at 75 kg; the water just hides an easy pace better
  • Running: 2.5-3 times bodyweight per step, builds bone, wears joints. Swimming: zero impact, but the shoulder pays
  • Heart rate in water runs 10-15 beats lower at the same effort — do not carry treadmill zones into the pool
  • Swimmers need 2 strength sessions a week for bone; runners need 1 swim a week as a recovery day
  • Chest pain, shoulder pain past 3 weeks, and pinpoint bone pain mean a doctor, not another session
