Strength training for skiers: how to prepare your knees before the season
An eight to twelve week plan to get your knees ready for ski season: the exercises, sets and reps that matter, and the warning signs worth checking.

Your first day on snow after eight or nine months off asks your knees for something they have not done all year: holding a half-squat for minutes at a time, absorbing bumps, and changing direction with the foot locked into a stiff boot. If you have done nothing to prepare, the question is not whether your knees will complain, but for how long. What follows is a plan that starts eight to twelve weeks before your first run and asks for three sessions a week.
What the knee is actually doing on skis
Skiing is mostly sustained work in a bent knee. The angle usually sits somewhere between 30 and 90 degrees, and the quads work eccentrically — braking force rather than producing it. That is why the front of your thighs is sore after day one and your calves are fine.
Then there is the sideways load. Through a turn the knee takes rotation and inward pressure while the foot is locked into a rigid boot and cannot adjust. Hip strength and the ability to keep the knee tracking over the foot matter more here than the number on the bar.
Third comes impact: bumps, hard patches, small unplanned jumps. The muscles and tendons around the knee have to take those forces quickly, and that is a separate quality — slow squats alone will not build it.
How far ahead, and how often
Six weeks is the shortest run-up worth bothering with. Eight to twelve weeks is where the difference shows up on day three of a trip. Three strength sessions a week is enough; two is the floor if you are also running or cycling.
Rough shape: the first three or four weeks go on volume and technique, 3 sets of 8–12 reps at a moderate load. Weeks 5 to 8 shift to strength, 4 sets of 5–6, with the first jumps and landings added. The last three or four weeks keep the strength but layer in leg endurance and more eccentric work.
If you are coming back from a long layoff, do not skip the first block — a six-week return-to-training plan applies here too, because knees and tendons adapt more slowly than muscles do, and much more slowly than enthusiasm.
The base: squats, lunges and single-leg strength
The two-legged squat builds the foundation and teaches the quads to work at deeper angles. Three to four sets of 6–8 reps, twice a week, with the descent under control. If the movement still feels shaky, start with the basics of the squat from scratch before you add plates.
Single-leg work matters more than most people expect, because skiing almost never loads both legs equally. Bulgarian split squats 3 x 8–10 per leg, walking lunges 3 x 10 steps per leg, and step-ups onto a 35–45 cm box 3 x 8. Aim to get the gap between left and right under 10 per cent.
If the front of the knee starts burning under the bar, that is rarely a reason to stop preparing. Knee pain in the squat usually traces back to load, tempo or depth, and those are worth checking before you cut everything back.
Hamstrings, hips and ankles
The quads get all the attention, but the hamstrings are what keep the shin from sliding forward — exactly the position in which serious ligament injuries tend to happen. Romanian deadlifts 3 x 8 and Nordic curls, or any eccentric hamstring curl variation, 3 x 5 will cover it; the pulling technique and hip setup are laid out in the piece on the deadlift.
For the hips: banded lateral walks 3 x 15 steps each way, and side planks 3 x 30 seconds. Weak abductors are the most common reason a knee drifts inwards towards the end of a turn.
Ankles get forgotten because they are hidden in a boot. Test it: how far from a wall can you place your foot and still touch the wall with your knee without lifting the heel? Under 8–10 cm means the ankle is limiting your squat, and the knee and lower back end up covering for it. Calf raises 3 x 12–15 plus two or three minutes of mobility before training fixes most of it.
Landings and eccentrics: preparing for impact
Jumping is not a week-one addition. From week five, add short blocks twice a week: pogo hops 3 x 20, drop landings from a 30–40 cm box 3 x 5 holding the landing for two seconds, and lateral bounds 3 x 6 per side. Keep it to 60–100 ground contacts per session, no more.
Eccentrics also belong in your ordinary lifts: lower into the squat over 3 seconds, or do single-leg lowering from a bench over 4 seconds, 3 x 6 per leg. The evidence is strongest for exactly this — slow, controlled lowering is what prepares muscle and tendon for the loads waiting in a bump field.
Leg endurance and the last run of the day
Injuries rarely happen on the first run. They happen when the legs are cooked, technique slips and the knee ends up in a bad angle. So the final weeks train the legs to tolerate repeated burn.
Two tools do the job: wall sits 4 x 45–90 seconds, and bike intervals of 6 x 3 minutes hard with 2 minutes easy. The bike is useful because it loads the quads with no impact, and what to do with your legs after the ride is covered in the piece on strength training for cyclists.
If your sleep and resting heart rate start drifting the wrong way in the last fortnight before the trip, cut the volume by a third. Turning up on snow rested beats turning up maximally trained and flat.
When to see a doctor
Most knee pain during a preparation block is load-related and settles once you adjust volume and tempo. Some signs do not belong in that category.
- The knee swells within a few hours of one specific incident.
- A sense that the knee gives way or shifts sideways under load.
- Locking — the knee will not fully straighten or bend.
- Pain that lasts longer than three or four weeks despite reduced load.
- Previous ligament or meniscus surgery with no plan you were given by a professional.
In those cases guessing is a waste of time. An examination, and a scan if needed, gives you an answer within days — and the season lasts months.
The short version
- Start 8–12 weeks out with three strength sessions a week; six weeks is the bare minimum.
- Build the base with squats 3–4 x 6–8 plus single-leg work (split squats, lunges, step-ups) until the left-right gap is under 10 per cent.
- Hamstrings, hip abductors and ankle mobility (8–10 cm on the knee-to-wall test) are what protect the knee through a turn.
- From week five add landings and lateral bounds, 60–100 contacts per session, alongside 3–4 second eccentric lowering.
- Swelling, giving way, locking or pain lasting more than three to four weeks means a doctor, not another session.
