Strength training for rowers: what actually transfers to the boat
How lifting shows up in boat speed, which exercises are worth a rower's time, and how to schedule sets and reps across the training year.

Your squat has gone from 90 to 130 kilos and your 2k time hasn't moved since last winter. That happens more often than you'd think, and the problem is usually not how much strength you have but what kind it is and when you spend it. Gym strength reaches the boat only when it's built to match what the stroke asks for.
What a 2,000 metre race actually demands
A 2k takes roughly five and a half to eight minutes depending on boat class, crew and conditions. In that time you take somewhere around 200 to 250 strokes, at a racing rate that usually sits between 32 and 40 strokes per minute.
The force in any single stroke is well below your maximum. No stroke is as heavy as one rep of a near-limit deadlift. But it repeats two hundred times and more, with no rest, while lactate climbs and your breathing can't keep up.
The conclusion follows on its own: rowing doesn't reward a record maximum so much as the ability to produce a decent amount of force again and again, in the same shape, every time. The aerobic system does the bulk of the work, but leg drive is what separates a stroke that moves the hull from one that just moves water.
Why a bigger squat doesn't automatically mean a faster boat
Gym strength and boat strength aren't the same thing, but they aren't unrelated either. The evidence is strongest for rowers who start out weak: for them, adding load to the squat and to pulling work almost always improves the stroke, because strength was the genuine bottleneck.
For a rower who already squats a respectable number, another twenty kilos on the bar rarely changes anything by itself. What stays useful is rate of force development at the catch — the moment the blade locks in and you have less than half a second to produce force.
How you lift starts to matter more than how much. A set of five where every concentric is driven aggressively transfers better than the same weight ground out slowly to failure.
The trunk is the bridge between legs and handle
The legs make most of the force, but it has to travel through the pelvis, spine and shoulders to reach the handle. If the trunk folds or gives way at that moment, part of the energy disappears before it ever reaches the water.
So rowers get more out of trunk work that teaches them to hold a position under load than out of hundreds of sit-ups. Dead bugs, loaded planks, single-side suitcase carries and anti-rotation presses on the cable do exactly that job.
Force you can't send through your trunk doesn't exist in the boat. It only exists in the gym.
The lifts worth your time
The list is shorter than most people expect. A handful of patterns covers nearly everything a rower needs.
- Back squat and front squat — they build the leg drive that starts every stroke.
- Deadlift and Romanian deadlift — posterior chain strength, plus the habit of keeping a long back under load.
- Single-leg work — split squats, Bulgarians, step-ups. Especially useful for sweep rowers, where the loading is asymmetric by design.
- Bent-over rows and pull-ups — pulling volume that keeps the shoulders healthy and supports the finish.
- Overhead press and bench press — in modest amounts, for balance around the shoulder girdle.
Everything else is decoration. Isolation work isn't forbidden, but don't spend time on it that belongs to the main lifts or to the water.
Sets, reps and how to spread them across the year
Through winter, when water time is limited, three strength sessions a week is a realistic ceiling for most rowers. Two is enough for plenty of them.
For a maximal strength block, use 3 to 5 sets of 3 to 6 reps with two to three minutes of rest, leaving one or two reps in reserve. For a strength-endurance block, move to 3 to 4 sets of 8 to 12 with shorter rests — still stopping short of true failure.
Once the racing season starts, one or two sessions a week hold on to what you built. That's maintenance rather than progress, and that's the point: in season, boat speed comes from the water, and the gym is there to stop the base slipping away.
Don't put a heavy leg session the day before an erg test or a quality water session. If both have to land on the same day, row first and lift at least six hours later.
The mistakes that cost the most
The commonest is turning the gym into more cardio: circuits with light weights and thirty reps a set. That burns energy, fatigues the back and builds very little force. You already own an ergometer, and it does that job better.
The second is stacking volume without a plan. Rowers carry big weekly mileage anyway, so gym fatigue and water fatigue overlap quietly. If your sleep, mood and pace at a given effort all drift in the wrong direction for a few weeks running, read up on the signs of overtraining before you add another session.
The third is ignoring the lower back. Backs and ribs are among the most common trouble spots in rowing, because the same spine flexes and extends thousands of times a week. Deadlift technique isn't a formality here — it's protection.
When to see a doctor
See a doctor if back pain lasts more than two or three weeks despite reduced loading, if it travels down a leg, or if it comes with numbness or weakness. Sharp, pinpoint rib pain that gets worse on a deep breath, a cough or when rolling over in bed needs assessing too — that one doesn't resolve with a couple of easy days.
The same goes for a knee that swells, locks or hurts on every squat; knee pain during squats has several possible causes and guessing is a poor strategy.
The short version
- A stroke asks for moderate force repeated 200 to 250 times, not one maximal rep — train strength, but don't make it the goal in itself.
- Rowers who are genuinely weak gain the most from lifting; stronger rowers should chase speed of force production, not new records.
- Five patterns cover it: squat, deadlift, single-leg work, pulling and pressing.
- Two to three sessions a week in winter, one or two in season for maintenance; never heavy legs the day before a test.
- Train the trunk to hold its position rather than to bend — that's where force leaks out between the legs and the handle.
