Most gyms have a sled parked in a corner with two plates somebody forgot to strip off, and most people walk straight past it because they can't work out where it belongs. Is it conditioning or is it strength work? That depends on the load and the distance, which is precisely what makes it useful.

Pushing and dragging a sled has one property almost nothing else in the gym has: there is no lowering phase. The muscle only ever shortens under load, never lengthens under it. That is why sled work leaves so little soreness and can be repeated far more often than squats or lunges of the same perceived effort.

What the exercise is and which muscles it works

A sled is a frame with a post for plates, pushed by handles or towed with a strap and rope. Pushing forwards works the quads, glutes, calves and hamstrings, while the trunk holds a rigid line so the arms can transmit force into the frame.

The angle of your body shifts the emphasis. A low grip with the torso at roughly 45 degrees demands a hard hip drive and a leg that shoves the floor away. High handles and a more upright torso move the work towards the quads and calves and feel closer to walking up a steep hill.

Backwards dragging, facing the sled and walking in reverse, is heavily quad-dominant and loads the knee as it straightens under tension. Forward dragging with a waist belt is felt mainly in the glutes, hamstrings and calves, with the trunk working to stop the pelvis tipping into an exaggerated arch.

How to do it

  1. Load less than you think you need. Resistance depends enormously on the surface — the same plates on rubber, carpet and smooth concrete feel like three different exercises, so a weight that worked in one gym means nothing in another.
  2. Take the handles and push your arms out straight. The elbows stay close to locked; the arms are a lever, not the engine.
  3. Build a straight line from hands through shoulders and hips to the heel of the rear leg. No folding at the waist, no collapsing through the middle.
  4. Look at the floor two or three metres ahead. The neck stays in line with the spine.
  5. Start by driving the ground backwards with your leg, not by leaning your body into the frame.
  6. Keep the steps short and quick, with the foot landing under the hips or slightly behind them. The heel lifting is normal.
  7. Breathe. On heavy lengths, exhale every two or three steps rather than holding your breath the whole way.
  8. Stop at the end of the length, stand up tall and walk until your heart rate settles. Walk back and go again.

The most common mistakes

Too much weight. When the sled barely moves, steps turn into pushing on the spot and the body folds at the waist. If 20 metres takes you more than 25 seconds, take a plate off.

Bent elbows. Standing too close to the frame means you push it upwards instead of forwards. Step back until the arms are fully extended.

A rounded back. Under a heavy push it is easy to give way through the midsection. The rules are the same as for loaded carries, which the article on the farmer's walk goes through in detail.

Looking straight ahead or up. The neck goes into heavy extension and the upper back opens with it, so you lose the line that transmits force.

Long, slow strides. A big step looks powerful but costs you ground contact time. Shorter, more frequent steps almost always produce a better drive.

Working to failure. A sled can empty you in five minutes. If half a session still lies ahead, leave two lengths in reserve.

Easier variations

The simplest regression is less weight over a shorter distance: 10 to 15 metres rather than 30, with longer rests.

High handles and an upright walk are the least technical version. They ask less of the shoulders and trunk while the legs still get plenty.

A light backwards drag at walking pace is a sensible first exposure for anyone returning after a long break or working around a touchy knee.

If even that is a lot, push the empty frame for 4 to 6 lengths of 15 metres and treat it as a warm-up before the main work.

Harder variations

The heavy march is the closest thing to strength work: 10 to 15 metres with a load that only allows slow, deliberate steps, with full rests of two to three minutes.

Sled sprints use light loads over 10 to 20 metres. The target is speed, not fatigue, so end the set as soon as the steps slow down.

A low grip with an almost horizontal torso raises the demand on the trunk and shoulders sharply, so save it for a phase when your technique is solid.

Contrast sets pile up fatigue fastest: 15 metres heavy, then straight into 15 metres with a bare frame as fast as you can move. Two to four of those is plenty.

What to do if you have no sled

A 20 kg plate on a towel across a smooth floor does nearly the same job. Push it with your hands in a half-bent position, or tow it with a rope. On rubber or carpet it will not budge, so check the surface before adding weight.

A non-motorised treadmill — the curved sort, or one with a belt you drive yourself — gives a similar sense of continuous push. Do not push a switched-off motorised treadmill; it isn't built for it.

Running or marching up a hill for 15 to 30 seconds per effort is the closest substitute for the conditioning side.

For the strength side, walking lunges, Bulgarian split squats and heavy carries cover similar ground, with the difference that they have a lowering phase and leave far more soreness behind.

Sets, distances and rest

Sled work is counted in lengths rather than reps, and the honest way to judge the load is by how long a length takes you.

  • Strength: 4 to 6 lengths of 10 to 15 metres, heavy, resting 2 to 3 minutes. Each length takes 15 to 25 seconds.
  • Conditioning: 8 to 12 lengths of 20 to 30 metres, moderate, resting 45 to 90 seconds.
  • Speed: 6 to 8 lengths of 10 to 20 metres, light, with full 2 to 3 minute rests.
  • Backwards drag: 3 to 5 lengths of 20 to 30 metres, light to moderate, up to three times a week.

For most people, one or two sessions a week of 8 to 15 minutes of sled work is enough. Put it at the end of a session if you squat heavy that day, or give it its own short session the day after.

Who it suits and when to avoid it

The sled suits anyone who wants to spend real energy without jumping and without three days of soreness afterwards. That makes it a common choice during heavy training blocks and for older lifters — an approach the article on smart training at 50 works through in more detail.

If your back plays up now and then, pushing a sled is often more tolerable than deadlifting because the spine never bends under load, but only while the trunk stays braced; the basics are set out in the piece on preventing back pain.

Be careful if your blood pressure is high and not under control, since a heavy push with a held breath spikes it briefly. The same caution applies if your wrists or shoulders hurt in the high grip, in which case low handles or a belt are the better option. And if your Achilles or calf is already sore, a heavy forward push will almost certainly aggravate it.

When to see a doctor

Stop and get checked if you get chest pain or pressure, severe breathlessness, dizziness or fainting, a sharp calf pain like being kicked from behind, a knee that swells after training, or numbness and weakness down the leg. Pain that lasts for days and doesn't settle with rest deserves an appointment rather than another length.

The short version

The sled is a rare case of one piece of kit covering both strength and conditioning, and it costs you little because there is no eccentric phase. Keep the body in a straight line, the arms extended and the steps short, and use a load that actually lets the sled move. Count lengths and seconds instead of reps, and treat the surface as part of the weight.
