The Sled Push: Technique, Common Mistakes, and Who It Suits
How to push a sled properly: handle height, how much weight to load, the most common mistakes, and three ready-made protocols for strength and conditioning.

The sled push is one of the few gym tools that builds strength and conditioning at the same time and leaves you almost pain-free the next day. The reason is simple: when you push, there is no phase where the muscle lengthens under load, so there is very little muscle damage. Here is how to do it properly, where people usually get it wrong, and who actually benefits.
What actually happens when you push
In a squat, the descent is the eccentric phase — the muscle lengthens under load, and that is where most of the microdamage happens. A sled push is essentially pure concentric work: quads, glutes, hamstrings, and calves shorten and drive you forward, and that is the whole story. That is why you can push 2-3 times a week without wrecking your legs for Friday's squats.
The second point: there is no bar on your back, so there is no vertical spinal compression. That makes the sled usable when heavy squats are off the table — during a deload, in the later stages of rehab, or for people who simply tolerate axial loading poorly.
Setup: two handle heights, two different goals
High handles
Hands on the upper part of the uprights, at chest height or slightly above, elbows softly bent. The torso leans forward roughly 30-45 degrees from vertical, but the lean comes from the hips, not from rounding the upper back. Steps are short and fast, with the foot landing under the hip or just barely ahead of it. High handles are closer to sprinting, recruit more hamstring and glute, and drive your heart rate up faster.
Low handles
Hands at the bottom of the uprights, torso nearly parallel to the floor, hips low. This is the position for heavy loads and short distances, 10 to 20 metres. The quads dominate, and the drive goes through the front of the foot. If your back rounds into a curve just to keep your hands low, the load is too heavy — strip a plate.
Regardless of handle height, four details never change:
- The arms stay rigid. Elbows do not pump back and forth; your arms are a lever that transmits force, not the engine.
- The heel stays up during the drive — force goes through the forefoot.
- Head in line with the spine, eyes 2-3 metres ahead of your feet, not at the ceiling and not at your own legs.
- Breathe normally. No breath holding; a set lasts 10-30 seconds, this is not a max squat.
How much weight to load
There is no universal chart, because friction depends heavily on the surface — the same plates on rubber, on track, and on concrete give very different resistance. So set the load by time and tempo, not by plate count.
- Light and fast (acceleration): 20 metres in 6-9 seconds, sprint-like steps. On rubber, usually 20-40 kg total.
- Moderate (conditioning): 20 metres in 10-15 seconds, a tempo you can hold for 6-12 trips. Usually 40-70 kg.
- Heavy (strength): 10-15 metres in 15-25 seconds, every step visibly hard, but you never stall out. 80-150 kg and up.
A simple test: if your tempo drops more than 20-30 percent over the second half of the distance, the load is too heavy for that goal. If a set runs past 40 seconds, it is no longer strength or speed — it is just fatigue.
The most common mistakes
- Too much weight on day one. Keep the first 2-3 sessions moderate and drill the position. The sled does not punish you immediately; the bill arrives a week later in your knees and Achilles.
- Sets that are too long. Fifty or sixty metres with a heavy sled turns into dragging with broken mechanics. For strength, stay at 10-20 metres.
- Overstriding. The foot lands far ahead of the hip, the hips sink, and force goes into the ground instead of forward. Shorten the step and raise the cadence.
- An upright torso with a heavy load. Standing tall behind 120 kg sends the load into your lower back and shoulders. Either lower the handles or lower the weight.
- No rest. For strength, rest 60-90 seconds between sets; for conditioning, use a 1:1 to 1:2 work-to-rest ratio (say 15 seconds of work, 15-30 seconds walking back).
- Using the sled as punishment. Five minutes to exhaustion at the end of a session only teaches bad stepping habits. The sled is an exercise with a plan, not a finisher.
Who it suits, and who it does not
Good fit: beginners for whom squat technique is still a project, people with cranky lower backs who need leg work without a bar, anyone who wants conditioning without running, and experienced lifters who need extra leg volume without extra recovery cost. It is also friendly to knees — pushing without an eccentric usually feels fine even when squatting hurts.
Less of a fit if you have an active Achilles or foot injury, acute low back pain that gets worse when you lean forward, or uncontrolled blood pressure. The sled is not the problem in itself, but in those cases the load and the go-ahead should come from someone who has examined you.
Three ready-made protocols
- Conditioning, 12 minutes: 20 metres at a moderate load, rest for as long as the walk back takes (20-30 seconds), 10-12 trips.
- Leg strength add-on: 6 sets of 15 metres heavy, low handles, 90 seconds rest, twice a week after squats.
- Easy day: 8 trips of 30 metres light, heart rate 120-140, 12-15 minutes total. If that session runs past 40 minutes, take 30-40 g of carbohydrate during the work.
Progression is simple: keep the distance fixed and track the clock. When 15 metres with the same load is 2 seconds faster than it was a month ago, add 5-10 kg.
When to see a doctor
See a doctor if you have back pain that radiates into the leg, numbness or weakness in the foot, knee or Achilles pain lasting more than two weeks, or a swollen joint. The same goes for chest pressure, dizziness, or shortness of breath that shows up at light effort — better technique will not fix that. If you have diagnosed heart disease, high blood pressure, or recent surgery, get the loading cleared before you add weight.
The short version
- High handles for speed and heart rate; low handles for heavy and short (10-20 metres).
- Pick the load by the clock: 20 metres in 6-9 s is light, 10-15 s is moderate, 15-25 s over 15 metres is heavy.
- Short steps, rigid arms, heels up, eyes 2-3 metres ahead.
- Two or three sessions a week are realistic because there is no eccentric and almost no next-day soreness.
- A set over 40 seconds, or a tempo drop over 30 percent, means the load is too heavy.
