Skyr, quark or cottage cheese: which one is the better protein hit
What skyr, quark and cottage cheese actually give you per pot in protein, calories and sugar, and how to build them into a training day.

You are standing at the chiller with a pot of skyr in one hand, quark in the other, and a tub of cottage cheese on the shelf below. All three are sold as protein food, and all three genuinely are. The gap in protein between them is smaller than the packaging suggests. The gap in calories and sugar is usually much bigger.
Here is what you actually get for your money and your calories.
What separates them
All three are made the same way: some of the whey is drained off milk and what remains is thicker and denser. Skyr comes from Iceland and is technically closer to a fresh cheese than a yoghurt, even though it sits in the yoghurt aisle. Quark is a drained curd cheese, softer and milder.
Cottage cheese and curd cheese are the widest category of the three. They range from almost fat free to fairly rich, and that is where the calorie differences come from.
The numbers per 100 g
These are rounded averages. They shift between brands, and with homemade curd cheese they shift with how long it was drained.
- Plain skyr: around 11 g protein, 60 kcal, 4 g carbs
- Low fat quark: around 12 g protein, 70 kcal, 4 g carbs
- Low fat cottage cheese: around 12 g protein, 90 kcal
- Full fat curd cheese: around 11 g protein, 150 to 170 kcal
- Greek yoghurt, for comparison: around 9 g protein, 60 kcal
Fibre is zero in all of them. Not a flaw, but worth knowing, because none of these will move you towards 25 to 30 g of fibre a day. That has to come from the fruit, oats or seeds you put with them.
What a real portion looks like
Nobody eats exactly 100 g. A real portion is a 150 to 200 g pot, or a decent spoonful on a plate.
- 200 g skyr: roughly 22 g protein, 120 kcal
- 200 g low fat quark: roughly 25 g protein, 140 kcal
- 150 g full fat curd cheese: roughly 17 g protein, 240 kcal
So quark gives the most protein per calorie, skyr is close behind, and full fat curd cheese gives similar protein for about double the energy. None of that makes one wrong, they just suit different goals.
Fitting it into the day
If you train regularly, aim for roughly 1.6 to 2.2 g of protein per kilo of bodyweight. For an 80 kg person that is about 130 to 175 g a day, best spread across three or four meals of 30 to 40 g.
One pot gets you 20 to 25 g. That is a solid chunk of a meal but rarely the whole thing. Add 30 g of oats and a spoonful of peanut butter and you are past 30 g of protein with some fibre attached. If mornings are the problem, we have three breakfasts that take five minutes and hit 30 g of protein.
Dairy protein is mostly casein, which digests more slowly than whey. In practice that means these meals keep you full for longer, so they work well in the evening or mid afternoon when dinner is still hours away. When you want something quick and liquid instead, protein coffee does that job better.
Who it suits, and who it does not
It suits you if you are cutting and want a lot of protein for few calories, if your morning appetite is poor, or if you need a meal with no cooking involved. For that, skyr and low fat quark are hard to beat.
It suits you less if you are trying to gain weight. Full fat curd cheese makes more sense there, since it carries more energy in the same volume and is easier to eat with bread and honey than forcing down a third pot of low fat quark.
Go carefully if dairy does not sit well with you. Skyr and quark contain less lactose than milk but they are not lactose free, at roughly 3 to 4 g per 100 g. With salted cottage cheese, check the salt too, since some products sit close to 1 g of salt per 100 g.
Combinations that work
- 200 g skyr, 40 g oats, 100 g berries: around 30 g protein, 380 kcal
- 150 g quark, a spoon of honey, 20 g walnuts: around 22 g protein, 350 kcal
- 200 g cottage cheese with tomato, onion and black pepper, plus wholemeal bread for a full meal
- Quark with garlic and chives as a dip for chicken, in place of mayonnaise
- Skyr instead of soured cream in a bulgur salad that survives a day in a lunch box
- Quark stirred through the sauce of a baked pasta with broccoli and chicken to thicken it without cream
Common misreadings
The fruit version is the same thing. It is not. Flavoured skyr and quark usually carry 8 to 12 g of sugar per 100 g, which is around 20 g of added sugar in a 200 g pot, for roughly the same protein. If it fits your day, fine, but do not treat it as equivalent.
Quark beats protein powder. Neither beats the other, they solve different problems. Powder is convenient when there is no time to prepare anything, food brings fullness and micronutrients. The evidence is strongest for total daily protein rather than for the exact source or the exact timing.
Dairy protein builds less muscle than meat. It does not. On amino acid quality, dairy protein sits near the top. The real difference is density, since 100 g of chicken gives about 30 g of protein and 100 g of quark gives 12 g, so you simply need more of it.
Cottage cheese is always light. That depends entirely on the tub. The full fat version has close to three times the calories of the lean one for almost identical protein, and the label is the only reliable way to tell.
When to see a doctor
If bloating, cramps or diarrhoea follow every dairy meal and that pattern runs for weeks, do not self diagnose it. Lactose intolerance and cows milk protein allergy are different conditions and are managed differently. If you have diagnosed kidney disease, agree any increase in protein intake with your doctor first.
The short version
Quark and skyr deliver the most protein per calorie, around 22 to 25 g in a 200 g pot. Low fat cottage cheese is close behind, and the full fat version matches it on protein for double the calories. None of them contain fibre, so pair them with fruit or oats. Plain almost always beats flavoured, and the best one is whichever you will actually eat every day.
