Cheese: how much protein, salt and fat you actually get
How much protein, salt and fat sit in a 30 g slice of cheese, which types earn their calories, and how to fit cheese into a normal training day.

The honest question about cheese is whether it counts as a protein food or is really just fat and salt in a pleasant shape. It depends on the cheese, and it depends even more on how much of it ends up on your plate.
Hard cheese gives you roughly 25 g of protein per 100 g, along with about 27 g of fat and close to 2 g of salt. The catch is that nobody treats 100 g as a portion — that's five or six thick slices, and it can vanish next to a coffee without you noticing.
What a realistic portion gives you
The figures below are rounded averages per 100 g. They move with maturity, fat content and producer, so use them for estimating rather than for exact accounting.
- Hard matured cheese (cheddar, gouda, edam): 25–27 g protein, 27–33 g fat, 350–410 kcal, 1.5–2 g salt.
- Very hard, long-matured cheese (parmesan style): around 33 g protein, 28 g fat, 390 kcal, about 1.5 g salt.
- Brined white cheese (feta style): 14–17 g protein, 20–24 g fat, 260–290 kcal, 2.5–3 g salt.
- Mozzarella: 18–20 g protein, 17–20 g fat, 250–280 kcal, under 1 g salt.
- Cottage cheese and low-fat curd: 11–13 g protein, 1–4 g fat, 70–100 kcal, about 0.5 g salt.
- Cream cheese and spreads: 5–7 g protein, 25–30 g fat, 250–330 kcal.
In portion terms, a 30 g slice of cheddar works out at roughly 8 g protein, 8 g fat, 105 kcal and 0.5–0.6 g salt. That slice also carries around 200 mg of calcium, which is decent for such a small bite.
At the other end, 200 g of cottage cheese gives about 24 g of protein for 180 kcal. That is a protein meal. A slice of hard cheese is not a meal — it is seasoning.
Fitting it into the day
If you are aiming at 1.6–2.2 g of protein per kilo of bodyweight, hard cheese rarely closes a meal on its own. Getting 40 g of protein from it means eating about 150 g, and that brings 550 kcal and nearly 3 g of salt with it.
Splitting the roles works better. Cottage cheese, curd and quark carry a meal — they are the backbone of a five-minute breakfast built around 30 g of protein. Hard cheese goes in at 20–30 g, wherever flavour is the point: over pasta, through a salad, in a sandwich.
If cheese usually arrives on bread, count both halves of that sandwich, which is easier once you know how much bread realistically fits into your day. Weigh the cheese once or twice and you will recognise 30 g by eye from then on.
Who it suits, and who it doesn't
It suits people who struggle to hit their calories and protein: small appetite, busy days, three planned meals that turn into two. Hard cheese is dense — a lot of nutrition in very few bites.
It suits you less in a deficit, when every hundred calories matters. Fresh cheeses win there, because they deliver the same protein for three to four times fewer calories.
Lactose: matured hard cheeses contain very little, often under 1 g per 100 g, so plenty of people with intolerance handle them fine. Fresh cheeses and processed spreads contain noticeably more.
Salt: if you are watching your blood pressure, brined white cheeses are the quietest source of sodium in the fridge. General adult advice is to stay under about 5–6 g of salt a day, and 80 g of feta-style cheese eats up close to half of that.
If you avoid dairy altogether, tofu and tempeh do the same job in a meal with less fat per gram of protein.
Easy combinations
- 200 g cottage cheese, a spoon of honey and 30 g of walnuts — roughly 30 g of protein. Nuts push the calories up fast, so it helps to know what that handful actually buys you.
- A three-egg omelette with 20 g of grated hard cheese — about 26 g of protein for under 350 kcal.
- Pasta with 30 g of parmesan and a large serving of green veg that fills the plate for almost no calories.
- A slice of wholemeal bread, 30 g of cheese and an egg — a quick 20 g of protein.
- Salad with 40 g of brined cheese and a spoon of olive oil — the cheese is flavour here, so the protein still has to come from somewhere else.
Common myths
"Cheese is a protein bomb"
In hard cheese, protein supplies about a quarter of the calories and fat supplies almost all the rest. It is a protein source, but an expensive one next to chicken, eggs or cottage cheese.
"Light cheese is always the better choice"
It has less fat, but often more salt and less flavour, so people eat more of it. If 20 g of full-fat cheese settles the craving, that can beat 60 g of the reduced-fat version on calories.
"Cheese is bad for your heart"
Cheese is high in saturated fat, yet when fermented dairy is looked at as a whole food the evidence is less clear-cut than it once seemed, and the question is not settled. What is better established is that salt intake and total calories have a clear effect, so those are the sensible things to control.
"Homemade cheese has no salt"
Homemade brined cheese is often saltier than shop-bought. The salt is there as a preservative, not as a recipe choice.
"Cheese at night sits on you"
It doesn't. What counts is the day's total. Slower-digesting protein before bed suits some people perfectly well.
When to see a doctor
If your blood pressure is raised and you have no idea how much salt you take in, get someone to look at the whole diet rather than just the cheese. The same applies with kidney disease, since cheese — processed cheese in particular — carries a fair amount of phosphorus.
If dairy regularly leaves you bloated, cramping or with diarrhoea, don't diagnose yourself with intolerance and cut out a whole food group. That is worth checking properly.
In pregnancy, cheeses made from unpasteurised milk and soft mould-ripened cheeses are avoided; your midwife or doctor will give you the specifics.
