Paused reps and isometrics: when they help and when they don't
What a two-second pause and a held position actually change in a set, how much weight to take off the bar, and where in a lift the effort pays off.

Your squat stalls a few centimetres out of the hole, and your bench dies the moment the bar leaves your chest. Adding another set of the same thing rarely fixes that, because the problem lives in one narrow part of the range rather than across the whole lift. Paused reps and isometrics are the simplest way to put load on exactly that spot.
What a pause actually changes
When you lower a weight and reverse it immediately, elastic tissue does some of the work. Tendons and muscle behave a bit like a stretched band and give back energy, and the stretch reflex adds a little more. A two-second pause lets that dissipate, so the bar starts from a standstill with no rebound to borrow from.
That means a paused rep demands more force at the very start and forces the muscle to work at the length where you are weakest. That is the whole point: instead of bouncing past the sticking point, you have to move through it.
The second benefit is technical. A pause leaves nowhere to hide a bad position. If your pelvis tucks at the bottom of a squat or your knees drift in, you feel it in real time rather than spotting it later on video.
The cost is fewer kilos on the bar and more fatigue per set. That is a trade, not a flaw — you are buying control and position and paying for it in load. For muscle growth the difference is probably small once total effort is matched; the payoff is in starting strength and technique.
Two kinds of isometric, and what each is for
An isometric is any effort where the joint angle barely changes. Two versions get muddled in the gym, and they do different jobs.
Overcoming isometrics mean pushing or pulling against something immovable: a bar set in safety pins at the height where you stall, a strap under your feet, a wall. These are short and maximal, 3 to 6 seconds per attempt. The goal is to produce as much force as possible, not to last as long as possible.
Yielding isometrics mean holding a load and resisting it: the bottom of a split squat, a hang with your chin over the bar, a loaded carry position. These run 20 to 45 seconds and sit closer to positional endurance and the kind of sustained tension tendons tolerate well.
One thing to know before you invest weeks in it: strength gained from isometric work is largely tied to the angle you trained. You get the most near that position and progressively less as you move away from it. So isometrics supplement full-range training on one specific spot; they do not replace it.
When they earn a place in your week
When you have an obvious sticking point. If every missed rep looks identical and stops in the same place, that is a job for a pause or a pin isometric at that height. If reps fall apart everywhere at once, the problem is more likely fatigue or total workload.
When technique breaks in one position. A pause is the quickest way to learn to hold tension where you currently lose it. A paused front squat is brutally honest about torso position, which is worth knowing if you are still deciding between front and back squats.
When a number has been stuck for months. Before rebuilding your whole programme, run four to six weeks with a pause in the main lift. It is one of the more reliable ways to move a stalled squat without adding volume.
When you want a hard session with less load. A paused set at 70 percent feels serious while your joints and spine carry less. That is useful in weeks when you are tired or easing back after a break.
The numbers
For paused reps: hold 1 to 3 seconds, usually 2. Beyond 3 seconds you mostly add fatigue and lose tension. Take roughly 10 to 15 percent off the weight you would normally use for that rep count, and up to 20 percent for a full three-second hold.
Keep the sets short: 2 to 5 reps, 3 to 4 sets, in one or two lifts a week. Paused work feels heavier than the number on the bar suggests, so judging reps in reserve on the RPE scale is more reliable here than working off percentages.
For overcoming isometrics: 3 to 5 attempts of 3 to 6 seconds at genuine maximal effort, with two to three minutes between. Set the pins at the height where you stall, or a few centimetres below it. Do them after your main lift rather than instead of it, and no more than twice a week.
For yielding isometrics: 2 to 4 sets of 20 to 45 seconds. A hold at the top of a chin-up is a useful rung on the ladder to your first full pull-up, and longer holds in split or side positions load the hips and trunk in a way fast reps rarely do.
Four to six weeks is enough to see whether anything shifts. If nothing does, the limiting factor was somewhere else.
Where people get it wrong
The most common error is a pause that is not one. A half-second touch still uses the rebound and changes almost nothing. If nobody is counting for you, count two full beats out loud in your head.
Next is pausing with the tension gone. Letting the bar rest on your chest or sinking into your joints at the bottom of a squat is not the same as holding the position under load. The slack version teaches nothing and carries more risk.
Then there is overdoing it. Turn the whole programme into paused work and you lose the heavy full-range sets that drive most of the progress. Keep pauses to one or two lifts.
Fourth is holding at the wrong angle. A hold in a position where you are already strong looks impressive and does very little. Find the height where the lift actually stops and work there.
Fifth is breathing. A five-second maximal effort with the breath fully held spikes blood pressure sharply. Take a breath before, keep the trunk braced, and stop turning every hold into a red-faced strain.
When to see a doctor
Get checked if straining brings on dizziness, a sudden severe headache, blurred vision or pressure in the chest. The same applies if you have high blood pressure, a known heart condition or an eye condition and are planning maximal isometrics with a held breath — that is a conversation to have beforehand.
Tendon pain that worsens over weeks, sharp joint pain that does not settle within a day or two, and numbness or weakness in an arm or leg are not tempo problems. The evidence is strongest for tendons responding well to sustained, heavy loading, while the question of how much isometric work reduces pain in the short term is still unsettled — and none of it substitutes for an examination.
The short version
- A two-second pause removes the elastic rebound and makes you drive through the sticking point rather than around it.
- Drop 10 to 15 percent of the load, run 2 to 5 reps for 3 to 4 sets, in one or two lifts a week.
- Overcoming isometrics: 3 to 5 maximal attempts of 3 to 6 seconds, set at the height where the lift stalls.
- Yielding isometrics: 2 to 4 sets of 20 to 45 seconds for position, trunk and tendon loading.
- Gains are mostly specific to the angle you train, so treat both as an add-on to full-range work, never a replacement.
