Squat plateau: three ways to shift a number that has not moved
How to tell a real squat plateau from a bad month, and three ways to get the bar moving again: volume, sticking points and a variation swap.

Same weight on the bar for three months, and you have not missed a session? That is one of the most common stalls in the gym, and it almost never comes down to not trying hard enough. Far more often the problem is how the load is spread across the week, one specific part of the lift, and recovery that has not kept up with ambition.
First, check it really is a plateau
A plateau means your best set has not shifted in six to eight weeks of consistent training with a written record behind it. Three rough weeks are not a plateau, they are a rough month, and rewriting the whole programme because of them is the quickest way to make things worse.
Progress does not only show up as extra kilos. If you were squatting 100 kg for five in March and you now do 100 kg for seven at the same effort, the number has moved, just not where you were looking. Log the load, the reps, and how many reps you had left in the tank at the end of each set.
You also do not need a true maximum to set your percentages: estimating a 1RM from working sets is accurate enough for programming and far less draining.
And if you pull a heavy single every ten days or so, you are measuring fatigue rather than strength. Test two or three times a year and track working weights in between.
Method one: take weight off the bar, add quality sets
The usual cause of a long stall is too little work in the middle of the scale. Months of heavy triples and doubles teach the body to tolerate that effort, but leave it with very little raw material to build a bigger squat from.
In practice: drop to 70 to 80 per cent of your estimated max, do four to five sets of four to six reps, and squat twice a week. Ten to sixteen hard sets a week for the legs is the range most recreational lifters respond well to. Add 2.5 kg a week while it keeps moving, and leave two or three reps in reserve for the first fortnight.
Build in an easier week when the sets start to drag, roughly every fourth or fifth one: same weights, half the sets. Nothing is lost there, because that is where the previous block turns into strength.
Run it for five or six weeks before you go anywhere near a heavy single. If you are generally torn between heavier loads and higher reps, there is a longer answer in more reps versus more weight.
Method two: attack the point where the lift breaks down
Film yourself from the side and watch where the bar slows. For most people it is one of three places: coming out of the bottom, a few centimetres above parallel, or the moment the chest drops and the bar drifts forward.
For a weak bottom position, use paused squats: two to three seconds completely still at the bottom, 60 to 70 per cent of max, four sets of three. The pause removes the bounce and forces you to hold the position with muscle rather than elasticity.
If you stall above parallel, squats from pins set at the height where the lift dies work well, alongside a slower descent of three to four seconds. If the torso folds forward, the fault is usually a trunk and upper back that stop holding position, so add upper back work and practise bracing before every rep.
If the bar twists towards one side as you drive up, sort that out before adding load. One side being weaker than the other is more often a question of technique and exercise order than muscle size.
Method three: change the variation for four to six weeks
When the same version of a lift has not moved for months, swapping the variation gives you a fresh stimulus without raising the risk. A front squat forces a more upright torso and loads the quads harder; a lower bar position on the back usually allows more weight but asks more of the hips.
The choice comes down to your build and to where the lift is failing, which is what front squat or back squat works through in detail.
Two rules. Stay with the variation long enough to actually progress in it, so four to six weeks rather than two. And go back to your main version two or three weeks before you measure anything, otherwise the work never transfers.
What happens outside the gym
The evidence is strongest for two things: enough sleep and enough protein. Seven to nine hours a night and 1.6 to 2.2 grams of protein per kilogram of body weight per day cover most of it.
Then there is energy intake. If you have been holding or losing weight for months, the squat rarely climbs. A small surplus of 200 to 300 calories a day, aiming for roughly 0.25 per cent of body weight gained per week, is usually enough to move the number without much extra fat.
Stress counts too. A week of short nights and heavy deadlines is not a week for records; push the hard session back a couple of days rather than grinding through it badly.
When to see a doctor
Muscle soreness after a hard session is normal. These are not: sharp knee or hip pain on every rep, a knee that gives way, numbness or loss of strength running down the leg, back pain that wakes you at night, and swelling around a joint. Stop adding load and have it looked at by a doctor or physiotherapist before you carry on.
The short version
- A plateau is six to eight weeks without movement on consistent training; anything shorter is just a bad patch.
- The first move is more quality work, not more weight: 70 to 80 per cent of max, four to five sets of four to six, twice a week.
- Film the lift from the side and find where the bar slows; pauses at the bottom and slower descents fix most sticking points.
- Keep a variation for four to six weeks, then return to the main lift two or three weeks before testing.
- Sleep, protein and a small calorie surplus stall more squats than programming does.
