Kefir and yoghurt: what differs and what to have around training
How much protein a real portion of kefir or yoghurt gives you, what genuinely separates the two, and which one sits better before or after a session.

Kefir and yoghurt sit next to each other in the fridge, cost roughly the same, and get sold with the same story about good bacteria. The question you actually have in the shop is narrower: which one gives more protein per portion, and which one will not sit in your stomach half an hour before you train.
The short answer up front: on protein they are close to level. On texture, and on how they behave before a session, they are not. Greek yoghurt is the outlier that changes the maths.
What actually separates them
Yoghurt is fermented with two main bacterial cultures and ends up thick. Kefir is made with kefir grains, a mix of bacteria and yeasts, so it comes out thinner, sharper and slightly fizzy. Those yeasts also leave trace alcohol behind, usually well under half a percent.
Both lose some lactose during fermentation and both carry live cultures unless the product has been heat treated afterwards, which the label will say. Kefir has the more varied microbial mix. Whether that variety translates into a better outcome for you is not settled. The evidence is strongest for fermented milk being easier to tolerate than plain milk, and much weaker for the bigger claims about immunity.
The numbers on a realistic portion
Rounded averages. They shift with milk fat, straining and manufacturer, so the label has the final word.
- Kefir, a 250 ml glass: around 150 kcal, 8 g protein, 10 g carbohydrate, and about 8 g fat if it is made from whole milk.
- Plain yoghurt, a 200 g pot: around 120 kcal and 7 g protein.
- Greek, strained yoghurt, 150 g: 110 to 150 kcal depending on fat, and about 15 g protein.
- Fibre: zero, in all three cases.
A portion brings roughly 250 to 300 mg of calcium, about a third of an adult day. That is one of the few places where dairy has no cheap substitute.
Fruit yoghurts are a different product. A 200 g pot often carries 20 to 30 g of sugar, a good share of it added. You get the same effect from plain yoghurt and a spoon of honey, except that you control the amount.
Around training
Before a session, kefir wins. It is thin, it clears the stomach faster, and 250 ml an hour before the first set causes most people no trouble. Thick full fat Greek yoghurt before heavy squats is a poor choice: give it two hours, or simply keep it for afterwards.
After training, neither one finishes the job alone. If you are aiming at 30 to 40 g of protein in a meal, a glass of kefir covers about a quarter of it. How much of a single meal your body actually puts to use is covered in the piece on protein per meal, but the working rule is simple: kefir and yoghurt are an addition to a meal, not the meal.
Milk protein is roughly 80 per cent casein, which digests slowly. That makes yoghurt better as an evening meal or a snack that holds hunger down than as quick fuel twenty minutes before you lift.
Fitting it into the day
- Breakfast: 200 g Greek yoghurt, 40 g oats and a banana comes to about 26 g protein and 430 kcal. If you want more protein for the same volume of food, there is a porridge version built around 30 g.
- After training: 250 ml kefir with two or three dates gives fast carbohydrate and a little protein while you get to a proper meal.
- Instead of mayonnaise: thick yoghurt with garlic, lemon and salt does the same job in a meal for about a third of the calories.
- Late evening: 150 g of yoghurt holds better than biscuits. If evening hunger keeps repeating, the cause usually sits earlier in the day rather than in the fridge at 10pm.
Who it suits, and who it does not
It suits people who struggle to assemble enough protein across the day, anyone who needs a snack with no preparation at all, and people with mild lactose trouble. Fermented dairy tends to go down more easily, and kefir most easily of the lot.
It does not suit you if you have a milk protein allergy. That is a different thing from lactose intolerance, there is no building up a tolerance, and it means avoiding dairy completely. Some people with sensitive guts still bloat on kefir despite the low lactose. And if you are in a deficit, fruit yoghurts will quietly eat 300 kcal you had not planned for.
Common myths
- Kefir will fix my gut. The bacteria largely pass through and do not take up permanent residence. Effects are tied to regular intake and to specific strains, not to one glass a week.
- Greek yoghurt is always better. Properly strained yoghurt is genuinely higher in protein, but some products labelled Greek style are just thickened with starch or cream. Check protein per 100 g: below 6 g, it was not strained.
- Yoghurt at night gets stored as fat. There is no such mechanism. What you ate across the whole day decides that, not the clock.
- Fat free is automatically better. It saves roughly 60 kcal a portion, but it satisfies less and more often carries added sugar to make up for the taste. Full fat is fine if it fits your calories.
- Probiotic yoghurt is a special category. Any yoghurt not pasteurised after fermentation has live cultures. Cooking it into a sauce kills them, though the protein and calcium survive.
When to see a doctor
A rash, swollen lips or difficulty breathing after dairy is not intolerance and needs medical attention straight away. The same goes for diarrhoea lasting more than two weeks, blood in your stool, severe abdominal pain, or weight loss you did not plan. Mild bloating from half a litre of kefir is not a reason to book an appointment; a chronic pattern is.
The short version
Kefir before training because it is lighter and clears faster, Greek yoghurt around the rest of your meals because it carries roughly double the protein per spoonful. Plain yoghurt sits in between and is a perfectly reasonable choice. None of them contain fibre, none of them make a meal on their own, and none of them will rescue a diet that is otherwise a mess.
